Workout Description
AMRAP in 20 minutes
3 Muscle-Ups
4 Power Cleans (225/135 lb)
3 Front Squats (225/135 lb)
Why This Workout Is Very Hard
This workout combines two major limiting factors: muscle-ups (high-skill gymnastics requiring significant upper body strength) and heavy barbell cycling at 225/135lb for both power cleans and front squats. The 20-minute AMRAP creates continuous fatigue accumulation with no built-in rest. The muscle-ups will degrade rapidly as the shoulders and pulling muscles fatigue from the barbell work, and vice versa. Most average CrossFitters cannot perform muscle-ups unbroken under fatigue, and 225lb is near-maximal for many on the clean and front squat. Multiple simultaneous limiters — skill, strength, and endurance — push this firmly into Very Hard territory.
Training Focus
This workout develops the following fitness attributes:
- Power (8/10): Power cleans are inherently explosive movements requiring maximal hip extension and bar speed. Muscle-up transitions also demand explosive pulling power, making power a primary training stimulus throughout every round.
- Strength (8/10): 225/135 lb power cleans and front squats represent heavy loads requiring substantial absolute strength. Muscle-ups add upper body strength demands, making this a genuinely strength-intensive conditioning workout.
- Stamina (7/10): Repeated muscle-ups, power cleans, and front squats accumulate significant muscular fatigue across the full 20 minutes. Grip, posterior chain, and upper body pulling endurance are continuously taxed each round.
- Flexibility (7/10): Front squats demand thoracic mobility and wrist/shoulder flexibility for the rack position. Muscle-ups require shoulder mobility and lat flexibility, making this workout moderately demanding on range of motion.
- Endurance (6/10): A 20-minute AMRAP with heavy barbell work and gymnastics creates sustained cardiovascular demand. Athletes must manage breathing and heart rate across repeated high-effort rounds throughout the full duration.
- Speed (5/10): Athletes must pace heavy barbell cycling and gymnastics strategically over 20 minutes. Transition speed matters for round count, but the heavy loads naturally limit cycling speed and force deliberate pacing.

Scaling Options
Muscle-Up substitutions: 3 Bar Muscle-Ups, or 6 Chest-to-Bar Pull-Ups, or 6 Jumping Chest-to-Bar Pull-Ups + 3 Ring Dips for athletes still developing the skill. Barbell load: reduce to 70-75% of Rx (155/105 lb) for athletes who can cycle the movement but need a safer load, or 135/95 lb for developing athletes. Volume modification: reduce to 2 Muscle-Ups / 3 Power Cleans / 2 Front Squats per round to preserve movement quality and keep athletes moving. Time adjustment: keep the 20-minute window — the time domain is part of the stimulus and should not be shortened. Prioritize load reduction and movement substitution over cutting time.
Scaling Explanation
Scale if you cannot perform at least 3 unbroken muscle-ups when fresh, or if 225/135 lb exceeds roughly 75-80% of your power clean 1RM. The goal is to complete 6-10+ rounds in 20 minutes — if you're grinding through 3-4 rounds with long rest periods, the load or skill demand is too high to achieve the intended stimulus. Technique always wins: a missed muscle-up or a failed clean with a rounded back is a signal to scale immediately. Prioritize intensity and movement quality over hitting Rx numbers. Athletes newer to barbell cycling should scale load first; athletes without consistent muscle-ups should substitute the movement entirely rather than grinding through failed attempts, which kills pacing and risks injury.
Intended Stimulus
This is a moderate-to-long time domain grind (20 minutes) built around heavy barbell cycling and high-skill gymnastics. The stimulus is a sustained, hard effort — not a sprint, but never comfortable. Expect your heart rate to spike on muscle-ups and stay elevated through the barbell work. The primary challenge is a combination of strength and skill: the loads are heavy enough to demand respect, and muscle-ups require real gymnastics capacity. Athletes should accumulate quality rounds while managing fatigue across all three movements. Think 'controlled aggression' — push the pace but never sacrifice position on the clean or squat.
Coach Insight
Strategy is everything here. The muscle-ups will become your limiting factor as fatigue accumulates, so resist the urge to blow out early rounds. Aim for consistent, repeatable round times rather than fast early rounds followed by long breaks. On the barbell: the power cleans and front squats share the same load, so consider cycling the cleans touch-and-go in early rounds, then transitioning to quick singles as fatigue sets in. For the front squats, keep your elbows high and maintain an upright torso — a collapsing rack position under fatigue is the most common breakdown here. On muscle-ups: use a strong kip and focus on the transition — pull the rings to your hips aggressively and punch through at the top. Break muscle-ups into singles (1-1-1) before you miss a rep, not after. Common mistakes: dropping the elbows on front squats, rushing the muscle-up transition when tired, and going out too hot in the first 5 minutes. Suggested pacing: treat minutes 1-7 as controlled, minutes 8-14 as your working pace, and minutes 15-20 as a push to the finish.
Benchmark Notes
Muscle-ups and 225 lb barbell cycling are severe dual limiters — most athletes will fail muscle-ups or be unable to sustain the barbell weight under fatigue. L5 (~5 rounds) reflects an intermediate athlete who can string muscle-ups and cycle the barbell in small sets with meaningful rest. Elite athletes maintain consistent muscle-up sets and unbroken or 2-set barbell work throughout.
