Why This Workout Is Very Hard
This is a 9/11 tribute workout combining a 2001m run AND row bookending 9 barbell/gymnastics movements. The heavy thrusters (125/85lb) and power cleans (175/115lb) are demanding fresh, but arriving mid-workout after a 2km run makes them brutal. Chest-to-bar pull-ups, HSPU, and toes-to-bars create compounding grip and shoulder fatigue. Total time likely 35-50+ minutes for average athletes, with multiple limiting factors hitting simultaneously.

Training Focus
This workout develops the following fitness attributes:
- Endurance (8/10): Two 2001-meter cardio efforts bookend the workout, creating significant aerobic demand. The run and row alone require sustained cardiovascular output, making endurance a primary driver of overall performance.
- Power (8/10): Box jumps, power cleans, push jerks, kettlebell swings, and thrusters are all explosive movements requiring rapid force production. The majority of barbell work is inherently power-based.
- Stamina (7/10): Multiple barbell, gymnastics, and kettlebell movements performed for 11 reps each accumulate meaningful muscular fatigue across the entire body, demanding sustained muscular output throughout the workout.
- Strength (7/10): Heavy loads including 175/115 lb power cleans, 170/115 lb deadlifts, and 125/85 lb thrusters require significant force production, making strength a critical limiting factor for many athletes.
- Flexibility (5/10): Handstand push-ups, toes-to-bars, chest-to-bar pull-ups, and thrusters collectively demand shoulder mobility, hip flexor flexibility, and thoracic extension, creating moderate overall mobility requirements.
- Speed (5/10): For Time format incentivizes efficient transitions and cycling, but heavy loads and fatigue from cardio bookends naturally moderate pace. Strategic pacing rather than sprinting dominates decision-making.

Scaling Options
Run/Row: Keep both at 2001m — the distance is symbolic and should not be reduced if at all possible. Slow the pace instead. Box Jumps: Scale to 24/20 in, or step-ups if needed. Thrusters: Scale to 95/65 lb — still challenging but allows consistent movement. Chest-to-Bar Pull-Ups: Scale to chin-over-bar pull-ups, banded pull-ups, or ring rows. Power Cleans: Scale to 135/95 lb, focusing on a strong pull and receiving position. Handstand Push-Ups: Scale to pike push-ups, box pike push-ups, or a reduced range of motion with an AbMat. Kettlebell Swings: Scale to 1.5/1 pood (53/35 lb) — American swings preferred, Russian swings acceptable. Toes-to-Bars: Scale to knees-to-chest or hanging knee raises. Deadlifts: Scale to 135/95 lb — keep the back flat and hinge pattern intact. Push Jerks: Scale to 75/55 lb. Volume: Only reduce reps (to 9 per movement) as a last resort for athletes with significant time constraints or injury concerns.
Scaling Explanation
Athletes should scale if they cannot perform at least 3-4 unbroken reps of any movement at Rx weight with sound mechanics, or if they have a history of injury that makes heavy loading risky under fatigue. The goal is to complete this workout with integrity — moving safely and continuously — not to hit Rx numbers at the cost of form or injury. Prioritize technique over load on every barbell movement, especially as fatigue compounds across the workout. Target completion time is 45-75 minutes for most scaled athletes, and 35-60 minutes for strong Rx athletes. This workout is meant to be hard and meaningful — scale in a way that keeps you moving and honoring the effort, not one that leaves you pinned under a bar or staring at a pull-up bar for minutes at a time. Intensity here is secondary to completion and respect for the workout's purpose.
Intended Stimulus
This is a memorial workout honoring the events of September 11, 2001 — every number is intentional and meaningful. The stimulus is a long, grinding effort lasting 45-75+ minutes for most athletes. It demands a sustained aerobic engine bookended by two significant mono-structural pieces (run and row), with 10 barbell and gymnastics movements sandwiched in between. The primary challenge is mental and physical endurance — managing fatigue across heavy loads, skilled gymnastics, and high-rep work while honoring the gravity of what this workout represents. Expect a hard, sustained effort that tests your entire engine and your ability to stay composed under accumulating fatigue.
Coach Insight
Treat the opening 2001m run as a controlled, conversational-pace effort — this is not a sprint. You have a long road ahead. For the barbell movements, the loads are legitimately heavy: 175/115 lb power cleans and 125/85 lb thrusters will demand respect. Break these early and often — sets of 3-4 are smart, even from the start. Do not go unbroken on the thrusters or cleans and pay for it later. Box jumps: step down every rep to protect your Achilles and conserve energy. Chest-to-bar pull-ups and toes-to-bars: small, consistent sets with short rest — sets of 3-4 with 10-15 second breaks beat going to failure. Handstand push-ups: if these are a limiter, break them into 3-4 sets immediately. Kettlebell swings at 2 pood (70 lb) are taxing — hinge hard and use your hips, not your back. Push jerks at 110/75 lb should feel manageable after the heavier cleans — use a strong dip-drive and lock out overhead confidently. The 2001m row to finish is your final tribute — settle into a sustainable pace early (around 2:15-2:30/500m for most) and build in the final 500m if you have anything left. Common mistakes: going out too fast on the run, going unbroken on heavy barbell movements, and losing hip hinge mechanics on kettlebell swings under fatigue.
Benchmark Notes
A 2,001 m run, eleven reps each of nine movements (box jumps, thrusters, chest-to-bar pull-ups, power cleans, handstand push-ups, kettlebell swings, toes-to-bars, deadlifts and push jerks), then a 2,001 m row. The middle 99 reps take an average athlete about 15-17 minutes, mostly on handstand push-ups, thrusters and cleans. L5 (34:30-39:30) runs about 10:30 and rows about 9:00. L10 (under 21:30) runs and rows near 7 minutes each and moves through the middle in about 5.
Modality Profile
11 total movements: Gymnastics (4) = Box Jump, Chest-to-Bar Pull-Up, Handstand Push-Up, Toes-to-Bar; Monostructural (2) = Run, Row; Weightlifting (5) = Thruster, Power Clean, Kettlebell Swing, Deadlift, Push Jerk. Percentages: G=4/11≈36%, M=2/11≈18%, W=5/11≈46%
