Workout Description
11 Rounds for Time
29 meter Shuttle Run
10 Burpees
10 Sit-Ups
10 Thrusters (20/15 kg)
Why This Workout Is Hard
11 rounds creates significant cumulative fatigue across ~33 minutes of work. The burpees and thrusters both tax the lungs and legs simultaneously, and the shuttle run keeps heart rate elevated with no recovery. While the thruster load is light (20/15kg), the combination of 110 burpees, 110 thrusters, and continuous cardio with no built-in rest makes this a sustained aerobic grind that will break most average athletes.

Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High cumulative volume — 110 burpees, 110 sit-ups, and 110 thrusters across 11 rounds — heavily taxes muscular endurance in the core, legs, and shoulders over an extended effort.
- Endurance (8/10): Eleven rounds of continuous mixed-modal work with shuttle runs and burpees creates sustained cardiovascular demand. The for-time format pushes athletes to maintain elevated heart rate throughout the entire workout.
- Speed (7/10): Shuttle runs reward acceleration and deceleration speed, while fast transitions between movements are critical for a competitive time. Efficient cycling of light thrusters and burpees is key to performance.
- Power (5/10): Burpees and thrusters both involve explosive hip extension and pressing, contributing moderate power demand. However, the high volume and for-time format shifts emphasis toward endurance over pure explosiveness.
- Flexibility (4/10): Thrusters require overhead mobility and hip flexibility, while burpees and sit-ups demand basic spinal and hip range of motion. Nothing extreme, but consistent mobility needs throughout.
- Strength (3/10): Thrusters at 20/15 kg are light and primarily test muscular endurance rather than maximal strength. The load is accessible enough to cycle continuously without significant strength demand.

Scaling Options
Weight: Reduce thrusters to 15/10 kg or use a PVC pipe for athletes still developing the movement pattern. Volume: Reduce to 8 rounds to maintain intensity and keep the workout under 35 minutes. Reps: Scale burpees to 7 per round or substitute step-back burpees (no push-up) for athletes with shoulder or wrist limitations. Substitute sit-ups with banded good mornings or V-ups for athletes with lower back concerns. Shuttle run can be reduced to 15 meters if space is limited or for athletes with mobility restrictions affecting change-of-direction movements.
Scaling Explanation
Scale if you cannot perform 10 unbroken thrusters at the prescribed weight when fresh, or if 10 burpees takes you longer than 45 seconds consistently. The goal is to keep moving with minimal rest — if you're stopping for more than 15-20 seconds between movements, the load or volume is too high. Prioritize intensity and continuous movement over Rx weight. Athletes newer to CrossFit should scale to 8 rounds and lighter thrusters to finish in the 25-35 minute window. Experienced athletes should target 30-40 minutes. If you're consistently over 45 minutes, reduce rounds or reps next time to better match the intended stimulus.
Intended Stimulus
This is a moderate-to-long grind lasting roughly 25-45 minutes depending on fitness level. The combination of 11 rounds with four distinct movements creates a sustained aerobic and muscular endurance challenge. Expect your lungs and legs to be constantly taxed — the shuttle runs keep your heart rate elevated while the burpees, sit-ups, and thrusters hammer your full body. The primary challenge here is mental and conditioning-based: staying disciplined with pacing across all 11 rounds when fatigue accumulates. This is a long steady engine workout, not a sprint — athletes who go out hot will pay dearly in the back half.
Coach Insight
Pace the first 3 rounds conservatively — if you feel great early, you're going too fast. The shuttle run is your reset between movements, so use it to control breathing rather than sprinting it. On burpees, find a sustainable rhythm: step up instead of jumping if needed, and keep a consistent cadence rather than going fast and stopping. Sit-ups should be unbroken every round — they're your 'rest' movement here, so don't waste energy breaking them up. Thrusters at 20/15 kg are light enough to go unbroken, but by rounds 7-11 your shoulders and legs will argue otherwise — aim for sets of 5-5 if needed rather than dropping the bar repeatedly. Common mistakes: sprinting the shuttle run and blowing up on burpees, going unbroken on thrusters in early rounds and dying late, and losing tension in the thruster squat when fatigued. Keep your elbows high in the front rack and drive through your heels.
Benchmark Notes
Eleven rounds of a 29 m shuttle run, 10 burpees, 10 sit-ups and 10 thrusters at 20/15 kg. Burpees set the pace. L5 (21:30-25 min) is about 2 minutes a round; L10 (under 13:30) holds about 70 seconds a round with everything unbroken.
Modality Profile
4 movements total: Burpee (G), Sit-Up (G), Shuttle Run (M), Thruster (W). 2 Gymnastics = 50%, 1 Monostructural = 25%, 1 Weightlifting = 25%.
