Workout Description
AMRAP in 26 minutes
200 meter Run
5x30 ft Dumbbell Farmer's Carry Shuttles (2x50/35 lb)
23 Dumbbell Box Step Ups (2x50/35 lb, 20 in Box)
One Shuttle = 15 ft down, 15 ft back
Why This Workout Is Hard
This 26-minute AMRAP combines three consecutive leg-dominant movements with a shared grip demand. The 2x50/35lb dumbbells for both carries and step-ups create compounding forearm and leg fatigue across rounds. 23 weighted step-ups is a high rep count under load, and the continuous AMRAP format offers no built-in rest. The long time domain ensures significant cumulative fatigue, pushing this firmly into Hard territory.
Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): High-rep dumbbell step-ups and repeated farmer's carry shuttles with moderate-to-heavy loads accumulate significant muscular fatigue in legs, grip, and core over many rounds.
- Endurance (8/10): A 26-minute AMRAP with continuous running and loaded carries creates sustained cardiovascular demand. The aerobic system is heavily taxed across repeated rounds with minimal rest opportunity.
- Speed (5/10): Pacing the 200m run and managing transitions between movements is key to maximizing rounds. Grip fatigue from carries affects cycling speed on step-ups in later rounds.
- Strength (5/10): Dumbbell farmer's carries and box step-ups at 50/35 lb per hand represent moderate loading. Not maximal strength work, but heavier than pure bodyweight, especially late in the AMRAP.
- Flexibility (3/10): Box step-ups require moderate hip flexion and ankle mobility. Running and carries demand basic range of motion. No extreme mobility positions are required throughout this workout.
- Power (2/10): Movements are slow and grinding in nature — carries and step-ups are deliberate, controlled efforts. Running adds minimal power demand. No explosive or ballistic movements are present.

Scaling Options
Weight: Reduce dumbbells to 35/20 lb for both the carries and step-ups if the Rx load compromises movement quality or causes you to stop repeatedly. Box height: Drop to a 12-15 inch box if hip flexor mobility or knee tracking is an issue at 20 inches. Volume: Reduce step-ups to 15 reps or carries to 3x30 ft shuttles if the workout is taking more than 8-9 minutes per round. Movement substitution: Sub the run with a 250m row or 1-minute bike if running is limited by injury. For athletes with grip limitations, reduce carry distance or use a single heavier dumbbell held at the chest (goblet carry) instead of bilateral farmer's carry.
Scaling Explanation
Scale if you cannot complete at least 10 box step-ups unbroken with the Rx dumbbells, or if your form breaks down on the carries within the first shuttle. The goal is to keep moving with minimal rest — if you're stopping every 3-4 reps on step-ups or dropping the dumbbells mid-carry, the load is too heavy. Prioritize movement quality and sustained effort over hitting Rx numbers. Athletes should aim to complete at least 3 full rounds in 26 minutes; if you're on pace for fewer than 2.5 rounds, reduce volume or load. Intensity matters more than the Rx label — a well-paced scaled effort will always deliver a better training stimulus than a grinding, stop-and-start Rx attempt.
Intended Stimulus
This is a long aerobic grind targeting your 26-minute sustained engine. Expect a moderate-to-hard effort that challenges your ability to keep moving under load without redlining. The primary adaptation is aerobic capacity combined with loaded carry and step-up endurance — think muscular stamina meets cardiovascular conditioning. The farmer's carry shuttles and heavy step-ups will tax your grip, legs, and core cumulatively, making each run feel harder as the workout progresses. This is not a sprint — it's a test of pacing discipline and mental toughness over a long time domain.
Coach Insight
Pace the run conservatively, especially in the first few rounds — this is a 26-minute effort, not a 400m sprint. Aim for a comfortable aerobic jog you could sustain all day. On the farmer's carry shuttles, keep the dumbbells tight to your sides, brace your core, and make smooth turns at each 15 ft mark — sloppy pivots waste energy and risk ankle rolls. For the box step-ups, alternate legs each rep to distribute fatigue evenly, drive through the heel of the working leg, and stand fully tall at the top before stepping down. The biggest mistake athletes make is going too heavy on the step-ups and grinding to a halt mid-set — keep a steady rhythm even if it means short breaks every 8-10 reps. Grip fatigue will accumulate across the carries and step-ups, so shake out your hands during transitions. Target 3-4 rounds as a benchmark for most athletes.
Benchmark Notes
The primary limiters are the weighted box step-ups (23 reps at 2x50/35 lb) and cumulative leg fatigue from combining running with loaded carries and step-ups. A round takes roughly 3:30–4:30 for an L5 male athlete, yielding ~6 rounds in 26 minutes; transitions and set breaks under fatigue are significant.
Modality Profile
3 movements: Run (M), Farmer Carry (W), Dumbbell Box Step-Up (W). 1 monostructural and 2 weightlifting movements. M: 1/3 ≈ 33%, W: 2/3 ≈ 67%, G: 0%.
