Buy-In: 1,900 meter Run
Directly into, 10 Rounds of:
12 Pull-Ups
12 Push-Ups
50 Air Squats
20 Sit-Ups
Buy-Out: 1,900 meter Run
Why This Workout Is Very Hard
This is essentially a modified Murph with bigger runs. The 1,900m runs bookend 10 rounds of 120 pull-ups, 120 push-ups, 500 air squats, and 200 sit-ups total — extreme volume across all major movement patterns. The runs pre-fatigue the legs before the calisthenics, and the final run comes after massive upper body and core depletion. Most average athletes will take 60-90+ minutes and require significant scaling.

Training Focus
This workout develops the following fitness attributes:
- Endurance (10/10): Two 1,900m runs bookending 10 rounds of bodyweight work creates an enormous cardiovascular demand. The sustained aerobic effort across the entire workout duration makes endurance the dominant fitness domain.
- Stamina (9/10): Ten rounds of 12 pull-ups, 12 push-ups, 50 air squats, and 20 sit-ups totals 120 pull-ups, 120 push-ups, 500 squats, and 200 sit-ups — extreme muscular endurance demands across upper body and legs.
- Speed (4/10): Pacing strategy across the runs and bodyweight rounds is critical. Athletes must manage transitions and rep cycling efficiently, but the sheer volume discourages sprinting in favor of steady output.
- Flexibility (2/10): Standard range of motion required for running, pull-ups, push-ups, air squats, and sit-ups. No extreme mobility demands, though hip flexor and thoracic flexibility will be mildly challenged over time.
- Strength (1/10): Entirely bodyweight movements with no external loading. The workout tests strength endurance rather than maximal force production, placing it at the low end of the strength spectrum.
- Power (1/10): No explosive or ballistic movements are programmed. The workout is a slow, grinding endurance effort with sustained bodyweight output rather than any power-focused stimulus.

Scaling Options
Pull-Ups: Sub ring rows, banded pull-ups, or jumping pull-ups. Reduce reps to 6-8 per round if needed. Push-Ups: Reduce to 8 reps or perform from the knees to maintain full range of motion. Air Squats: Reduce to 30 per round if 50 feels unmanageable — total volume is still 300 squats. Sit-Ups: Reduce to 15 per round or sub a plank hold for 20-30 seconds. Rounds: Scale to 6-8 rounds instead of 10 to keep the workout under 75-80 minutes. Run: Reduce each run to 1,200-1,400 meters, or substitute a 7-9 minute row or bike if running is not an option due to injury. The goal is to keep moving — never stop completely.
Scaling Explanation
Scale this workout if you cannot do at least 5 strict pull-ups, if 10 rounds of 50 air squats would cause your form to break down significantly, or if the total time would exceed 100 minutes. The intended stimulus is long and hard, but it should never become a death march where you are standing around resting for minutes at a time. Prioritize movement quality over Rx volume — broken pull-ups with good mechanics beat sloppy kipping to failure every time. Athletes newer to high-volume bodyweight work should reduce rounds to 6-7 and cut the run to 1,200 meters. The target completion window is 55-90 minutes. If you are consistently over 90 minutes, scale the volume down next time. Intensity here means sustained effort, not speed — keep moving, breathe, and finish strong on that second run.
Intended Stimulus
This is a long-duration grind — expect 60 to 90+ minutes of sustained effort for most athletes. The two 1,900 meter runs act as a brutal buy-in and buy-out, sandwiching 10 rounds of high-volume bodyweight work. The training effect is pure aerobic engine development combined with muscular endurance across the entire body. Think of this as a mental and physical durability test — your lungs, your legs, your upper body, and your mind will all be taxed. The primary challenge is mental: staying composed, keeping a sustainable pace, and not blowing up early on the first run or the first few rounds of pull-ups and squats.
Coach Insight
The first run sets the tone — go out at a conversational pace, not a race pace. If you sprint that opening 1,900 meters, your pull-ups will fall apart immediately. Aim for a pace you could hold for 5K. Once into the rounds, treat each round as its own mini-workout. Pull-ups are your biggest limiter — break them early and often rather than going to failure. Consider sets of 4-4-4 or 6-6 from the start. Push-ups should stay smooth and controlled; drop to your knees before your form collapses. Air squats are high volume (500 total!) — keep a steady rhythm, hit full depth, and don't rush them. Sit-ups are your rest movement — use them to recover your breathing. The final 1,900 meter run is where this workout is won or lost mentally. You will not want to run it. Run it anyway. Pace it like a cool-down jog if needed, but keep moving. Common mistakes: going too fast on the opening run, doing pull-ups to failure in round 1-2, and letting squat depth deteriorate as fatigue sets in.
Benchmark Notes
Two 1,900 m runs around ten rounds of 12 pull-ups, 12 push-ups, 50 air squats and 20 sit-ups. L5 (52:30-60 min) is about 4:20 a round and 9:30 per run. L10 (under 34 min) holds about 1:45 a round and runs near 6:30.
