Workout Description
For Time
Buy-In: 1,985 meter Run
Then, 4 Rounds of:
20 Thrusters (40/25 kg)
20 Push-Ups
30 Toes-to-Bars
30 Deadlifts (40/25 kg)
12 Pull-Ups
Buy-Out: 2,007 meter Run
Why This Workout Is Very Hard
This workout combines two substantial runs (nearly 4km total) sandwiching 4 rounds of high-volume barbell and gymnastics work. The 1,985m buy-in pre-fatigues legs before thrusters and deadlifts. Grip is hammered continuously across toes-to-bars, pull-ups, and deadlifts. Total volume is enormous — 80 thrusters, 120 T2B, 120 deadlifts, 48 pull-ups — with no built-in rest. Estimated 45-65+ minutes for average athletes.

Training Focus
This workout develops the following fitness attributes:
- Stamina (10/10): Four rounds of 20 thrusters, 20 push-ups, 30 toes-to-bars, 30 deadlifts, and 12 pull-ups accumulate enormous volume. Upper body, core, and posterior chain muscular endurance are relentlessly taxed across all movements.
- Endurance (9/10): Two significant runs bookending four grueling rounds create massive cardiovascular demand. The 1,985m buy-in and 2,007m buy-out alone test aerobic capacity, compounded by sustained effort throughout the middle.
- Flexibility (5/10): Toes-to-bars require significant hip flexor and hamstring mobility. Thrusters demand overhead shoulder flexibility and thoracic extension. Deadlifts and running add moderate posterior chain mobility requirements throughout.
- Speed (5/10): For Time format incentivizes pushing pace, but the enormous volume and dual running segments demand strategic pacing. Transition efficiency between movements matters, but survival pacing dominates over sprint cycling.
- Strength (4/10): Moderate loads at 40/25 kg for thrusters and deadlifts provide meaningful strength stimulus, but the high rep counts shift the demand toward muscular endurance rather than maximal force production.
- Power (4/10): Thrusters require explosive hip drive and overhead power each rep. However, the sheer volume and fatigue accumulation force athletes into a grinding pace rather than truly explosive cycling.

Scaling Options
Weight: Reduce thrusters and deadlifts to 30/20kg or even 20/15kg for newer athletes — the volume is the stimulus, not the load. Movement substitutions: Replace toes-to-bars with knees-to-elbows, hanging knee raises, or V-ups (30 reps). Sub banded pull-ups, ring rows, or jumping pull-ups for pull-ups. Replace push-ups with knee push-ups or box push-ups if needed. Volume: Reduce to 3 rounds instead of 4 for athletes who would exceed 75-80 minutes. Reduce reps to 15 thrusters, 15 push-ups, 20 toes-to-bars, 20 deadlifts, and 8 pull-ups per round. Run scaling: Reduce buy-in to 1,200m and buy-out to 1,200m, or substitute a 5-minute row/bike for athletes with running limitations.
Scaling Explanation
Scale this workout if you cannot run 1,985m in under 12 minutes at a sustainable pace, if you cannot perform at least 10 unbroken thrusters at Rx weight when fresh, or if you have fewer than 5 strict pull-ups. The goal is to finish in 45-75 minutes — if your projected time exceeds 80 minutes, reduce rounds or reps. Prioritize technique over load on deadlifts and thrusters — a rounded back under fatigue is a red flag to drop weight immediately. This workout is designed to test your aerobic engine and mental durability, so maintaining consistent movement quality across all 4 rounds matters more than hitting Rx numbers. If you're scaling, keep the runs as close to full distance as possible — the sandwiching of runs is central to the workout's identity and stimulus.
Intended Stimulus
This is a long, grinding endurance and muscular stamina workout — expect 45 to 75+ minutes of sustained effort. The 1,985m and 2,007m runs bookend a brutal 4-round chipper that demands both aerobic capacity and full-body muscular endurance. The numbers are a nod to years (1985 and 2007), giving this workout a commemorative feel. The primary challenge is mental and metabolic — keeping your engine running when your legs are already taxed from the buy-in run, grinding through high-rep compound movements, and then finding the will to run nearly 2km at the end when you're completely spent. This is a long, hard sustained effort — not a sprint, not a moderate piece. Treat it like a long-course triathlon, not a 5K race.
Coach Insight
Run the buy-in at a conversational pace — you have a LOT of work ahead. Do not go out hot. For the 4 rounds: Thrusters at 40/25kg will accumulate fatigue fast — break them early into sets of 8-7-5 or 10-10 rather than going to failure. Push-ups should be done in controlled sets; don't collapse to the floor — use a 10-10 or 8-7-5 approach. Toes-to-bars are a grip and core killer — break into sets of 10 or 8 from the start, especially in rounds 3 and 4. Deadlifts at this weight should feel moderate, but fatigue will make them feel heavy — use a hinge-and-reset approach, keeping your back flat; sets of 10 are smart. Pull-ups are the lowest volume movement — try to do these in 1-2 sets each round (6-6 or unbroken if fresh). Transitions between movements should be deliberate but not slow — keep rest periods short and intentional. The buy-out run is where mental toughness wins — commit to a shuffle if needed, but keep moving. Common mistakes: going too fast on the buy-in run, doing thrusters and toes-to-bars to failure early, and letting deadlift form break down in later rounds.
Benchmark Notes
A ~2 km run, four rounds of 20 thrusters, 20 push-ups, 30 toes-to-bars, 30 deadlifts at 40/25 kg and 12 pull-ups, then another ~2 km run. L5 (42:30-49 min) runs each 2 km in about 10 minutes and takes about 7:30 a round, mostly on the toes-to-bars. L10 (under 27 min) runs near 7 minutes and holds about 2:40 a round.
Modality Profile
6 movements total: Gymnastics = Push-Up, Toes-to-Bar, Pull-Up (3 movements = 50%); Monostructural = Run (1 movement = 17%); Weightlifting = Thruster, Deadlift (2 movements = 33%). Rounded to nearest values: G:33, M:17, W:50.
