Workout Description

21-15-9 Reps for Time Deadlifts (315/225 lb) Bar Over Burpees Box Jumps (30/24 lb)

Why This Workout Is Very Hard

315/225lb deadlifts are already heavy for the average athlete, but the 21-15-9 descending rep scheme with no rest creates brutal cumulative fatigue. Bar-over burpees spike the heart rate and tax the posterior chain simultaneously with the deadlifts, while 30/24" box jumps demand explosive leg power on already-destroyed legs. Multiple limiting factors — grip, lungs, and legs — all hit simultaneously with no recovery built in.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (8/10): High total rep count across three demanding movements taxes muscular endurance heavily. Grip, posterior chain, and leg stamina are all challenged as fatigue accumulates across the descending sets.
  • Strength (7/10): Deadlifts at 315/225 lb are heavy and require significant force production, especially in early sets of 21 reps when fatigue is lower. This load meaningfully tests absolute strength under metabolic stress.
  • Power (7/10): Box jumps and bar-over burpees are inherently explosive movements requiring rapid force production. Even deadlifts benefit from a powerful hip drive, making power a consistent demand throughout the workout.
  • Speed (7/10): For-time format incentivizes fast transitions and aggressive cycling. Burpee and box jump turnover speed directly impacts finishing time, and managing rest periods efficiently is critical to performance.
  • Endurance (6/10): The 21-15-9 descending rep scheme with three movements creates sustained cardiovascular demand. Burpees and box jumps keep heart rate elevated throughout, making aerobic capacity a significant limiting factor.
  • Flexibility (4/10): Deadlifts require adequate hamstring and hip mobility, while box jumps demand hip flexion and ankle dorsiflexion. Burpees require thoracic extension. Moderate but not extreme mobility demands overall.

Scaling Options

Weight: Scale deadlifts to 225/155 lb (roughly 70% of Rx) for athletes who can complete 10+ unbroken reps at that load with solid mechanics. Further scale to 185/125 lb for newer athletes or those with limited pulling strength. Movement subs: Replace bar over burpees with lateral burpees over a line or standard burpees if coordination is an issue. Sub box jumps with box step-ups (same height) or reduce box height to 24/20 inches. Volume: Consider a 15-12-9 or 12-9-6 rep scheme for athletes who would exceed 20 minutes at Rx volume. Time cap: Set a hard cap at 20 minutes to preserve the sprint stimulus.

Scaling Explanation

Scale the deadlift if you cannot perform at least 8-10 unbroken reps at the prescribed weight with a neutral spine and full hip extension — this is non-negotiable for safety. If your lower back rounds significantly under load, reduce weight immediately. Scale volume if your estimated finish time exceeds 18-20 minutes, as the workout loses its sprint character and becomes a grind that increases injury risk on the deadlift. Prioritize movement quality over load every time on this one — a heavy deadlift under fatigue with poor mechanics is one of the fastest ways to get hurt in CrossFit. The goal is to finish feeling like you left everything on the floor, not like you survived a back injury. Target completion time is 8-14 minutes for most scaled athletes.

Intended Stimulus

This is a sprint-to-moderate effort lasting roughly 8-15 minutes for most athletes. The descending rep scheme creates a natural intensity ramp — the 21s will test your ability to manage heavy loading under fatigue, while the 15s and 9s should feel progressively faster and more aggressive. The combination of a heavy hinge, a full-body conditioning movement, and explosive lower body power demands short burst power layered over a hard sustained effort. The primary challenge is strength-endurance on the deadlift — keeping the posterior chain engaged and mechanics intact as fatigue accumulates across all three movements.

Coach Insight

The deadlift is the governor of this workout — respect it. At 315/225 lb, most athletes will need to break the round of 21 early and strategically. Consider sets of 7-7-7 or 8-7-6 in the first round, then 5-5-5 in the 15s, and push for unbroken or 5-4 in the 9s. Do NOT go unbroken on the 21s trying to be a hero — a failed rep or a tweaked back ends your workout. For bar over burpees, stay low and efficient — step up if needed, but keep moving. Avoid the temptation to rest at the top of the jump. Box jumps should be controlled but quick — step down to protect your Achilles and keep your heart rate from spiking unnecessarily. The biggest mistake athletes make is going out too hot on deadlifts and then dying on the burpees. Treat the burpees as active recovery pacing, not a sprint. Transitions between movements should be immediate — no standing around catching your breath between stations.

Benchmark Notes

21-15-9 deadlifts at 315/225 lb, bar-over burpees and 30/24-inch box jumps: 45 of each. 315 lb is near an average athlete's max, so the deadlifts go as singles. L5 (12:30-15 min) spends about half the time on the bar. L10 (under 6 min) touch-and-goes the deadlifts in sets of 5-7.

Modality Profile

3 movements total: Deadlift (W), Burpee Over Bar (G), Box Jump (G). 2 Gymnastics movements (Burpee, Box Jump) = 67%, 1 Weightlifting movement (Deadlift) = 33%, 0 Monostructural movements.
