Workout Description
15-12-9 Reps for Time
Bench Presses (BW)
Ring Dips
Dumbbell Thrusters (35/25 lb)
Wall Ball Shots (20/14 lb)
Why This Workout Is Hard
Four consecutive pushing/leg movements in a 15-12-9 scheme creates brutal cumulative fatigue with no recovery built in. Bodyweight bench press is demanding for many athletes, and ring dips compound that shoulder/tricep fatigue immediately after. Thrusters and wall balls then hammer already-fatigued legs and shoulders simultaneously. Multiple limiting factors (pushing endurance, leg stamina, lungs) converge continuously, pushing this firmly into Hard territory.

Training Focus
This workout develops the following fitness attributes:
- Stamina (7/10): Four pushing-dominant movements across 36 total reps per exercise taxes upper body muscular endurance significantly. Chest, shoulders, and triceps accumulate fatigue rapidly across all movements.
- Power (6/10): Dumbbell thrusters and wall ball shots are inherently explosive movements requiring hip drive and power transfer. These two movements dominate the power demand, making this a moderately power-focused workout.
- Speed (6/10): For-time format incentivizes fast cycling and quick transitions. Descending rep scheme allows athletes to push pace, especially in the final round of 9 reps where sprint effort is rewarded.
- Endurance (5/10): A 15-12-9 rep scheme for time creates moderate cardiovascular demand. The workout is relatively short but continuous movement across four exercises elevates heart rate throughout.
- Strength (5/10): Bodyweight bench press and dumbbell thrusters at 35/25 lb represent moderate loading. Not maximal effort, but heavier than pure bodyweight, requiring meaningful force production especially in later sets.
- Flexibility (4/10): Ring dips demand shoulder mobility and stability, while thrusters and wall balls require hip and thoracic mobility. Overhead positioning and deep squat mechanics add moderate flexibility demands.
Movements
- Wall Ball
- Dumbbell Thruster
- Ring Dip
- Bench Press
Scaling Options
Bench Press: Reduce to 75% of bodyweight or a fixed load (135/95 lb) if bodyweight is too heavy for 10+ unbroken reps. Sub dumbbell floor press or push-ups (15-12-9 or 20-15-12) if a barbell is unavailable. Ring Dips: Sub banded ring dips, stationary bar dips, or box dips for athletes who cannot perform 5+ strict ring dips. Push-ups are an acceptable last resort. Dumbbell Thrusters: Reduce to 25/15 lb if the Rx load prevents smooth cycling. Wall Ball: Reduce to 14/10 lb or lower the target height to 9 feet. Volume: Reduce to 12-9-6 for athletes newer to CrossFit or those with significant pressing limitations.
Scaling Explanation
Scale the bench press if you cannot perform at least 10 unbroken reps at bodyweight — grinding through singles on a barbell with no spotter is a safety risk and kills the intended stimulus. Scale ring dips if you cannot complete 5 strict ring dips; kipping on rings without the strength base leads to shoulder injury. The goal is to keep this workout in the 8-15 minute window — if Rx loads would push you past 20 minutes, reduce weight or volume. Prioritize intensity and movement quality over hitting prescribed numbers. A scaled version done fast and safely delivers far more training value than an Rx version done slowly with compromised mechanics.
Intended Stimulus
This is a moderate-intensity sprint workout targeting 8-15 minutes of sustained, high-output effort. The combination of upper body pushing movements — bench press at bodyweight, ring dips, dumbbell thrusters, and wall ball shots — creates a relentless demand on the shoulders, triceps, and pressing muscles while also taxing the legs and lungs. Expect a hard sustained effort with short burst power moments. The primary challenge is muscular endurance in the pressing chain, with conditioning becoming the limiting factor as fatigue accumulates across all four movements.
Coach Insight
The biggest trap in this workout is going out too hot on the bench press in the round of 15. Bodyweight bench is deceptively heavy when paired with three other pushing movements. Strategy: break the bench press early — consider sets of 8-7, 7-5, 5-4 rather than grinding to failure. Ring dips will feel hardest after the bench, so plan 2-3 quick sets rather than one big set. Dumbbell thrusters should be done in smooth, controlled sets — avoid dropping the dumbbells unnecessarily as the reset costs time. Wall ball shots are your best opportunity to move unbroken; use the catch-and-squat rhythm to stay efficient. Transitions between movements should be crisp — no more than 10-15 seconds. The round of 9 should feel like a sprint; leave nothing in the tank. Common mistakes: failing on bench press with no spotter, kipping on ring dips before the shoulders are ready, and losing the wall ball target height as fatigue sets in.
Benchmark Notes
15-12-9 bodyweight bench presses, ring dips, dumbbell thrusters at 35/25 lb and wall balls: four stations, 36 reps each. Bodyweight bench is near an average athlete's 80% max. L5 (11-13:30) benches in sets of 3-5 and breaks the dips. L10 (under 5:30) moves through the stations with short sets.
Modality Profile
4 movements total: Ring Dip (G), Bench Press (W), Dumbbell Thruster (W), Wall Ball (W). That's 1 Gymnastics and 3 Weightlifting movements. 1/4 = 25% G, 3/4 = 75% W, 0% M.
