Workout Description
AMRAP in 35 minutes
800 meter Medicine Ball Run (30/20 lb)
10 Man Makers (2x50/35 lb)
21 Box Facing Burpee Box Jump Overs (24/20 in)
6 Rope Climbs
Why This Workout Is Extremely Hard
This 35-minute AMRAP combines four brutally compounding elements: an 800m med ball run (grip and cardio tax), heavy Man Makers (full-body crusher), 21 box-facing burpee box jump overs (leg and lung destroyer), and 6 rope climbs (grip-intensive skill under severe fatigue). The rope climbs after everything else are the critical limiter — most average athletes will fail here repeatedly. Volume, load, skill, and time domain all converge to make this elite-level programming.
Training Focus
This workout develops the following fitness attributes:
- Endurance (9/10): A 35-minute AMRAP with 800m medicine ball runs as the anchor movement creates sustained cardiovascular demand throughout. The long time domain and repeated running intervals make aerobic capacity the primary limiter.
- Stamina (9/10): Man makers, burpee box jump overs, and rope climbs accumulate significant muscular fatigue across multiple rounds. Upper body pulling, pushing, and leg drive are all taxed repeatedly over the extended duration.
- Power (6/10): Box facing burpee box jump overs require repeated explosive hip extension and jumping power. Rope climbs also demand powerful pulling. However, fatigue from running and man makers progressively blunts peak power output.
- Strength (5/10): Man makers with heavy dumbbells and rope climbs demand meaningful upper body and pulling strength. The medicine ball run adds load-bearing stress, though no true maximal strength efforts are required.
- Speed (5/10): Pacing is critical over 35 minutes, requiring athletes to manage transitions and movement efficiency. Sprint cycling is not the goal, but minimizing rest and maintaining steady output across all four movements is essential.
- Flexibility (4/10): Rope climbs require shoulder and hip flexor mobility, man makers demand thoracic extension and hip flexibility, and box jump overs need adequate ankle and hip range of motion throughout the workout.

Scaling Options
Med Ball Run: Reduce to 20/14 lb or sub a 400m run with a lighter ball or no ball for newer athletes. Man Makers: Scale to 35/20 lb dumbbells or reduce to 5-7 reps; sub dumbbell thrusters if the coordination of the full movement is a limiting factor. Burpee Box Jump Overs: Scale box height to 20/16 in, or sub step-over burpees (no jump) to protect knees and manage fatigue; reduce to 15 reps if needed. Rope Climbs: Scale to 3-4 rope climbs, sub 3 rope climbs to standing (partial climbs from seated), or perform 9-12 ring rows plus 6-9 strict pull-ups as a substitution. For athletes with shoulder limitations, sub 6 rope pull-ups (lying on ground, pulling to standing) per round.
Scaling Explanation
Scale if you cannot complete the 800m med ball run in under 6 minutes, cannot perform at least 5 unbroken Man Makers at Rx weight, or cannot complete 2+ rope climbs unassisted. The goal is to keep moving with minimal rest — if you're stopping every 2-3 reps on any movement, the load or volume is too high. Prioritize technique over load, especially on Man Makers where a compromised lower back under fatigue is a real injury risk. Athletes should be targeting at least 2 full rounds in 35 minutes to get the intended stimulus. If you're unsure, scale the rope climbs first — they are the highest skill demand and the most fatiguing movement in this workout. Intensity and consistent movement quality matter far more than hitting Rx numbers in a 35-minute grind.
Intended Stimulus
This is a long-duration grind — a 35-minute AMRAP designed to test your aerobic engine, mental toughness, and ability to sustain output across heavy, skill-demanding movements. The target is 2-4 full rounds depending on fitness level. Expect a long steady engine demand with periodic spikes in intensity on the burpee box jump overs and rope climbs. The primary challenge is mental and conditioning-based — the med ball run will feel manageable early but becomes a true test of grit by round 3. This workout rewards pacing discipline and punishes athletes who go out too hot on the first round.
Coach Insight
Treat round 1 like it's round 3 — that's your pacing mantra. The 800m med ball run sets the tone for everything that follows, so resist the urge to push the pace early. Aim for a conversational effort on the run, holding the ball at chest or hip level and switching sides to manage fatigue. On Man Makers, move deliberately — these are a full-body tax combining a push-up, row, and thruster, so control the tempo and avoid rushing the row portion which tends to get sloppy under fatigue. Break them into sets of 3-4 from the start rather than going unbroken and blowing up. For the burpee box jump overs, find a sustainable rhythm — step up is always a valid strategy here and will save your legs for rope climbs. On rope climbs, use an efficient foot lock (J-hook or S-wrap) and prioritize leg drive over pulling with your arms. A common mistake is burning out the upper body early on rope climbs and then struggling through the run. Keep transitions sharp — don't stand around between movements. Every second of rest should be intentional, not accidental.
Benchmark Notes
Each round is an 800 m medicine-ball run at 30/20 lb, 10 man makers (2x50/35 lb), 21 box-facing burpee box jump-overs and 6 rope climbs. L5 (2.45-2.85 rounds) takes about 12:30 a round. Elite athletes hold about 7 minutes a round (4.8+ rounds in 35 minutes).
Modality Profile
4 movements total: Rope Climb (G), Burpee Box Jump-Over (G), Medicine Ball Run (M - cyclical cardio with implement, classified as monostructural), Man Maker (W - dumbbell complex). That gives G: 2/4, M: 1/4, W: 1/4 = G: 50%, M: 25%, W: 25%.
