Workout Description
EMOM for 12 minutes
Odd Minutes:
6 Back Squats (275/205 lb)
Even Minutes:
12 4-Count Mountain Climbers
Why This Workout Is Hard
275/205 lb back squats are near 1RM territory for many average CrossFitters — 6 reps every odd minute is demanding on the legs and CNS. However, the even minutes feature low-intensity mountain climbers that serve as active recovery, and the 12-minute cap limits total volume to only 36 squats. The weight is the primary limiting factor, pushing this to Hard despite the built-in recovery structure.
Training Focus
This workout develops the following fitness attributes:
- Strength (8/10): 275/205 lb back squats are heavy, near-maximal loads for many athletes. Six reps at this intensity within a minute demands significant absolute strength and neuromuscular output.
- Flexibility (5/10): Back squats require solid hip, ankle, and thoracic mobility to maintain proper depth and bar position. Mountain climbers add hip flexor and shoulder flexibility demands.
- Stamina (4/10): Mountain climbers accumulate muscular endurance demand in the core and shoulders, while 6 heavy back squats per odd minute taxes leg stamina cumulatively across 6 sets.
- Power (4/10): Heavy back squats require some explosive drive out of the hole, but the load and rep scheme favor strength over pure power expression. Mountain climbers add minimal power demand.
- Endurance (3/10): The EMOM format provides structured rest, limiting sustained cardiovascular demand. Six rounds of each movement over 12 minutes creates moderate aerobic stress without true endurance challenge.
- Speed (3/10): EMOM structure provides built-in rest, reducing speed pressure. Athletes must complete reps within the minute but are not racing against a clock in a sprint-cycling sense.

Scaling Options
Weight: Scale back squats to 60-70% of 1RM if the prescribed load exceeds that threshold — common scaling targets are 185/135 lb or 205/155 lb. Athletes newer to barbell squatting should drop to 135/95 lb or use a goblet squat with a kettlebell (53/35 lb) to reinforce mechanics. Volume: Reduce to 4 back squats per odd minute if 6 reps feels unmanageable under fatigue. Mountain climbers can be reduced to 8 four-count reps or substituted with slow, controlled plank shoulder taps to reduce hip flexor demand. Movement substitution: Replace back squats with front squats or box squats for athletes with mobility limitations. Athletes with wrist or shoulder issues can substitute mountain climbers with slow-tempo dead bugs or lying flutter kicks.
Scaling Explanation
Scale the back squat weight if you cannot complete all 6 reps with a neutral spine and full depth — grinding ugly reps under a bar that's too heavy is the fastest path to injury in this format. If your squat 1RM is under 185/135 lb, the Rx load is not appropriate regardless of experience level. Prioritize technique over load every time. Athletes should also scale if they cannot finish the mountain climbers within 40 seconds, as that leaves insufficient rest before the next squat set. The goal is to feel challenged but controlled throughout all 6 rounds — if you're failing reps or collapsing form by round 3, the weight is too heavy. Intensity here means quality reps under load, not suffering through bad movement.
Intended Stimulus
This is a strength-biased EMOM designed to build lower body strength under moderate fatigue. The odd minutes demand short burst power with heavy back squats, while the even minutes use mountain climbers as active recovery that keeps the heart rate elevated without fully taxing the legs. The primary challenge is strength — specifically maintaining squat mechanics and bar position as accumulated fatigue sets in over 12 minutes. Think of it as a strength piece with a conditioning tax, not a conditioning piece with a strength element.
Coach Insight
The back squat is the star here — treat every set of 6 like it matters. Set up quickly when the minute starts, take 2-3 deliberate breaths with the bar on your back, and hit all 6 reps with consistent tempo. Avoid rushing the descent; control the eccentric to protect your knees and lower back. For the mountain climbers, remember 4-count means each rep is a full left-right cycle — so 12 four-count reps is 24 total knee drives. Keep hips level and avoid letting them pike up or sag. Use the mountain climbers as a chance to breathe and reset mentally, not as a sprint. Common mistakes: going too heavy on the squats and grinding ugly reps by minute 4, or treating mountain climbers as a race and arriving at the squat bar already gassed. Aim to finish mountain climbers with 15-20 seconds to spare so you can set up calmly for the next squat set.
Benchmark Notes
This is a structured EMOM with fixed reps and prescribed loads — athletes either complete each minute or they don't. There is no accumulating score, time, or rep count to benchmark; the workout is a completion/quality effort.
Modality Profile
Two movements: Mountain Climber is a bodyweight gymnastics movement (G: 50%), and Back Squat uses a barbell with external load making it weightlifting (W: 50%).
