Workout Description

For Time: 100 Wall Ball Shots (20/14 lb) 1 mile Run 100 American Kettlebell Swings (53/35 lb) 1 mile Run 100 Sit-Ups Time Cap: 45 minutes

Why This Workout Is Very Hard

This workout stacks 300 total reps across three high-volume movements with two mile runs sandwiched between them. The runs destroy leg endurance before the KB swings, and cumulative fatigue makes the final sit-ups deceptively brutal. Wall balls and KB swings both hammer the posterior chain and lungs simultaneously. Total time for average athletes likely approaches or exceeds the 45-minute cap, making completion itself the challenge.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (10/10): 300 total reps across wall balls, kettlebell swings, and sit-ups demands exceptional muscular endurance. Posterior chain, shoulders, core, and legs are all pushed to sustained fatigue limits.
  • Endurance (9/10): Two miles of running combined with high-rep movements under a 45-minute time cap creates sustained cardiovascular demand throughout. Aerobic capacity is heavily taxed from start to finish.
  • Power (5/10): Kettlebell swings and wall ball shots both require hip extension power and explosive output, but the high rep count shifts the stimulus toward stamina rather than pure power expression.
  • Speed (5/10): For-time format incentivizes efficient pacing and quick transitions, but the sheer volume and distance demand strategic pacing over sprint cycling. Steady sustainable output is prioritized.
  • Flexibility (4/10): Wall ball shots require hip and thoracic mobility, kettlebell swings demand hip hinge range of motion, and sit-ups require hip flexor flexibility. Moderate overall mobility demands.
  • Strength (3/10): Moderate loads on wall balls and kettlebell swings require some strength, but the primary demand is endurance-based. No maximal or near-maximal force production is required.

Scaling Options

Weight: Reduce wall ball to 14/10 lb or use a lower target (9 ft instead of 10 ft). Scale KB swings to 35/26 lb or substitute Russian KB swings (eye level) if shoulder mobility is limited. Volume: Reduce to 75 of each movement (75 wall balls, 75 KB swings, 75 sit-ups) or 50 of each for newer athletes. Run: Substitute 1000m row or 2-mile bike erg per mile for athletes with running limitations. Sit-ups: Sub banded GHD sit-ups or reduce to 75 reps if core fatigue becomes a safety concern for the lower back.

Scaling Explanation

Scale if you cannot complete at least 15 unbroken wall balls at Rx weight, or 20 unbroken KB swings at Rx load. If your mile run time exceeds 12 minutes, reduce volume rather than the run to preserve the cardio stimulus. The goal is to finish within the 45-minute cap with something left in the tank — if you're projected to miss the cap at Rx, reduce reps to 75 or 50 per movement. Prioritize movement quality on KB swings above all else — a rounded lower back under fatigue is a serious injury risk. Newer athletes should always scale volume before weight, and should target a 35-42 minute finish to feel the full intended stimulus without completely breaking down.

Intended Stimulus

This is a long-duration grind workout targeting the 30-45 minute time domain. Expect a sustained aerobic engine test with significant muscular endurance demands across the entire posterior chain, legs, and core. The primary challenge is mental — managing fatigue across 300 reps of gymnastics and weightlifting sandwiched between two miles of running. This is not a sprint; it's a slow burn that rewards pacing discipline and mental toughness. Athletes should feel like they're working at a hard but sustainable effort throughout, never fully redlining but never coasting either.

Coach Insight

The two runs are your reset buttons — use them strategically. Start the first run at a conversational pace to avoid blowing up on the wall balls, which come first and will tax your legs immediately. Wall balls: break early and often — sets of 15-20 to start, dropping to 10s as fatigue builds. Do NOT go unbroken trying to be a hero; the KB swings are coming. Kettlebell swings: hinge hard, use your hips, not your lower back. Sets of 15-20 early, 10s later. Keep the bell moving with short rest rather than long sets to failure. The second run will feel brutal — shorten your stride, control your breathing, and just keep moving. Sit-ups are your reward at the end — anchor your feet if possible, find a rhythm, and grind through sets of 20-25. Common mistakes: going out too hot on wall balls, muscling the KB swing with the arms, and walking the runs. Keep moving forward at all times.

Benchmark Notes

100 wall balls, a mile, 100 American kettlebell swings, another mile and 100 sit-ups, with a 45-minute cap. Capped athletes are graded by reps, counting each mile as one. An average athlete finishes in about 34 minutes, so finishing at all is L5. L10 (under 21:45) runs near 6-minute miles and keeps the swings in sets of 20+.

Modality Profile

4 movements across all three modalities: Sit-Up (G), Run (M), Wall Ball and American Kettlebell Swing (W). With 1G, 1M, 2W movements, this rounds to approximately 33/33/34 split.
