Workout Description

5 Rounds for Time 3 Overhead Squats (155/105 lb) 6 Clean-and-Jerks (155/105 lb) 12 Bar Facing Burpees

Why This Workout Is Very Hard

This workout combines two highly technical, heavy barbell movements (OHS and C&J at 155/105) with burpees across 5 rounds. The C&J volume (30 total reps) alone rivals Grace, but preceded by OHS which taxes the shoulders and core. Burpees maintain elevated heart rate, preventing recovery between barbell sets. The combination of skill demand, loading, and interference across 5 rounds will force most average athletes to scale significantly.

Training Focus

This workout develops the following fitness attributes:

  • Flexibility (8/10): Overhead squats require exceptional shoulder, thoracic, and hip mobility. Clean-and-jerks demand wrist, ankle, and shoulder flexibility. This workout places among the highest flexibility demands of any CrossFit WOD.
  • Power (8/10): Clean-and-jerks are quintessential power movements requiring explosive hip extension. Overhead squats demand controlled power, and bar-facing burpees add repeated explosive jumping, making power a primary domain.
  • Stamina (7/10): Repeated rounds of overhead squats, clean-and-jerks, and burpees accumulate significant muscular fatigue across the entire body. Grip, legs, and shoulders must sustain output across all five rounds.
  • Strength (7/10): 155/105 lb overhead squats and clean-and-jerks are heavy, technical barbell movements requiring substantial strength. While not maximal, these loads demand significant force production under fatigue.
  • Endurance (6/10): Five rounds of mixed barbell and burpee work creates sustained cardiovascular demand. The combination of heavy lifting and aerobic burpees keeps heart rate elevated throughout, testing moderate-to-high aerobic capacity.
  • Speed (5/10): For-time format incentivizes fast transitions and efficient cycling, but heavy barbell loads naturally limit cycling speed. Athletes must balance urgency with technical precision across all five rounds.

Scaling Options

Weight reductions: Scale to 115/75 lb if you can perform 5+ unbroken OHS and C&J at that load with solid mechanics. Further scale to 95/65 lb for athletes still developing barbell cycling efficiency. Movement substitutions: Replace overhead squats with front squats (same load) if overhead position is compromised. Sub power clean-and-jerks (no squat) if squat clean mechanics break down under fatigue. Bar-facing burpees can be reduced to step-up burpees for athletes with knee or shoulder limitations. Volume modifications: Reduce to 3 rounds for newer athletes or those with limited barbell experience. Reduce reps to 2 OHS / 4 C&J / 8 burpees per round to preserve the stimulus at a manageable volume.

Scaling Explanation

Scale the weight if you cannot perform at least 5 unbroken overhead squats at the prescribed load when fresh — the OHS is the limiting movement and a failed rep under fatigue is a safety risk. Scale if your clean-and-jerk technique deteriorates significantly after the first round. The goal is to finish in 15-25 minutes while maintaining movement integrity throughout all 5 rounds. Prioritize technique over load every time — a lighter barbell moved well builds more fitness and keeps athletes healthy. Athletes who are newer to barbell cycling should reduce rounds or reps before reducing weight, as the stimulus is about managing a moderately heavy barbell under fatigue, not just completing volume.

Intended Stimulus

This is a moderate-to-heavy barbell cycling workout targeting a 15-25 minute time domain. The stimulus is a sustained, hard effort — not a sprint, but never comfortable. The primary challenge is technical: both overhead squats and clean-and-jerks demand significant skill and positional strength under fatigue. Expect your lungs and legs to be taxed simultaneously, with the barbell becoming increasingly difficult to manage as rounds accumulate. This workout builds mental toughness, barbell cycling efficiency, and the ability to maintain technique when your body wants to quit.

Coach Insight

Respect the weight from round one — this is not a workout to go unbroken and blow up. Overhead squats: brace hard, keep the bar over your mid-foot, and use a wide grip for stability. If your shoulders or overhead position starts to fail, that's your first warning sign. Clean-and-jerks: cycle these as touch-and-go if possible in early rounds, but be willing to drop and reset by round 3-4. A quick reset is faster than a failed rep. Bar-facing burpees are your active recovery — keep a steady, consistent pace rather than sprinting them. Avoid the common mistake of going too fast on burpees in round 1 and dying by round 3. Suggested approach: OHS unbroken or 2+1, C&J in sets of 3+3 or 2+2+2, burpees at a controlled 1-per-2-second pace. Transitions between movements should be deliberate but not slow — chalk up during burpees mentally, not after.

Benchmark Notes

Five rounds of 3 overhead squats and 6 clean-and-jerks at 155/105 lb and 12 bar-facing burpees. 155 lb is about 85% of an average athlete's overhead squat, and the bar has to get overhead first. L5 (12-14 min) takes about 2:45 a round with the lifts as singles. L10 (under 6:30) holds about 1:15 a round.

Modality Profile

3 movements: Overhead Squat (W), Clean and Jerk (W), Bar-Facing Burpee (G). 2 weightlifting movements and 1 gymnastics movement. 2/3 = 67% W, 1/3 = 33% G, 0% M.
