Why This Workout Is Extremely Hard
13 rounds of four consecutive pushing/core movements creates catastrophic fatigue accumulation. Each 8-count body builder is essentially a burpee-plus, and 21 reps equals 168 total body builders. Combined with 273 push-ups, 273 mountain climbers (4-count = 546 total), and 273 loaded step-ups, the chest, shoulders, and core never recover. Total volume is Murph-level with no rest built in. Estimated 90-120+ minutes for average athletes.

Training Focus
This workout develops the following fitness attributes:
- Stamina (10/10): Massive volume — 13 rounds of 21 reps across four movements — totals 273 reps per exercise. Upper body pushing muscles, hip flexors, and legs face extreme muscular endurance demands across the entire workout.
- Endurance (9/10): 13 rounds of continuous full-body movement creates a sustained cardiovascular demand lasting well over 30 minutes. The non-stop nature of burpee-style body builders and mountain climbers keeps heart rate elevated throughout.
- Speed (5/10): For-time format incentivizes efficient transitions and steady cycling, but the volume and fatigue accumulation across 13 rounds make sprint-level speed unsustainable. Pacing and movement efficiency are the primary speed considerations.
- Flexibility (4/10): Body builders require hip flexor mobility, thoracic extension, and hamstring flexibility during the squat-to-plank transitions. Mountain climbers and step-ups add moderate hip and ankle mobility demands across high volume.
- Power (3/10): The jump-back and jump-forward components of body builders involve brief explosive efforts, but the sheer volume and fatigue context shift the stimulus away from true power expression toward grinding endurance output.
- Strength (3/10): Sandbag box step-ups at 75/35 lb add moderate load, but the workout is primarily bodyweight-driven. The load is insufficient to develop maximal strength; it contributes more to stamina under fatigue.

Scaling Options
Weight: Reduce sandbag to 50/25 lb for intermediate athletes, or 35/15 lb for beginners. Box height: Drop to 20/16 in or use a lower surface. Volume: Reduce to 15 reps per movement per round, or cut rounds to 8-10. Movement substitutions: Replace body builders with burpees (4-count) if the 8-count cadence is too complex — this preserves the stimulus. Replace push-ups with knee push-ups or elevated push-ups on a box to maintain volume without failure. Replace sandbag step-ups with dumbbell step-ups or bodyweight step-ups if no sandbag is available. For athletes with shoulder limitations, substitute mountain climbers with slow-tempo alternating knee drives in a plank hold. Round reduction: 8 rounds is a solid intermediate target; 5 rounds works for newer athletes getting a feel for the movements.
Scaling Explanation
Scale if you cannot complete at least 10 unbroken push-ups with full range of motion, if the Rx sandbag weight causes you to break form on the step-ups within the first 2 rounds, or if the 8-count body builder cadence is unfamiliar and you're losing count regularly. The goal is to keep moving — if you're stopping for more than 30-60 seconds at a time in the early rounds, the load or volume is too high. Prioritize technique over intensity here: sloppy push-ups and missed body builder counts defeat the purpose of the workout. Target completion time for Rx athletes is 60-80 minutes; scaled athletes should aim for 45-70 minutes depending on modifications. The mental component is the real Rx — scale the body to protect the mind's ability to keep pushing.
Intended Stimulus
This is a long-duration grind — expect 45 to 90+ minutes of sustained, full-body effort. The stimulus is a relentless test of muscular endurance, mental toughness, and aerobic capacity. With 13 rounds and 84 reps of each movement, the total volume is enormous. The energy demand is a long steady engine — think diesel, not rocket fuel. The primary challenge is mental: staying composed, moving consistently, and refusing to quit when the body wants to stop. Secondary challenge is upper body muscular endurance, particularly the chest, shoulders, and triceps, which are hammered across body builders and push-ups every single round.
Coach Insight
Pace this like a marathon, not a sprint. The athletes who blow out in rounds 1-3 will be crawling by round 8. Start at 60-70% effort and hold that pace all the way through. For body builders, move deliberately through each count — rushing the 8-count cadence leads to sloppy reps and missed counts. Keep hips low in the plank positions and avoid snaking the push-up on count 3-4. For push-ups, break early and often — sets of 7-7-7 or 10-6-5 are smarter than going to failure. Chest-to-deck standards must be maintained. For sandbag box step-ups, use the legs as much as possible — drive through the heel of the lead foot and stand tall at the top. Alternate legs each rep to distribute fatigue. For 4-count mountain climbers, control the breathing — each 4-count is one rep, so stay rhythmic. Common mistakes: rushing body builder counts and losing reps, doing push-ups to failure early and dying mid-workout, and using the same lead leg on step-ups causing one-sided fatigue. Rep scheme suggestion: treat each set of 21 as three sets of 7 with a breath break, or 11-10 if feeling strong.
Benchmark Notes
13 rounds of 21 eight-count body builders, 21 push-ups, 21 sandbag box step-ups at 75/35 lb and 21 four-count mountain climbers: 1,092 reps. The body builders and push-ups set the pace. L5 (86-99 min) takes about 7:15 a round as the push-ups slow down. L10 (under 49:30) holds about 3:45 a round.
Modality Profile
3 movements total: Push-Up (G), Mountain Climber (G), Sandbag Step-Up (W). 2 Gymnastics bodyweight movements and 1 Weightlifting movement with external load. 2/3 = ~67% G, 1/3 = ~33% W, 0% M.
