Workout Description
AMRAP in 19 minutes
20 Sandbag Squats (30/20 lb)
10 Sandbag Get-Ups (30/20 lb)
200 meter Sandbag Run (30/20 lb)
7 Burpees Over Sandbag
Why This Workout Is Medium
The 30/20 lb sandbag is light enough that squats and get-ups won't be severely limiting, but the 200m sandbag run adds awkward grip and carry fatigue each round. The 19-minute AMRAP with burpees over sandbag creates steady cardiovascular demand. The combination is moderately challenging — the odd object and continuous nature accumulate fatigue, but loads and movements are accessible for average CrossFitters without significant scaling.
Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High-rep squats, get-ups, and burpees accumulated over 19 minutes create significant muscular endurance demands across legs, core, and upper body. Carrying the sandbag throughout compounds fatigue with each round.
- Endurance (7/10): A 19-minute AMRAP combining running, squats, get-ups, and burpees creates sustained cardiovascular demand. The 200m sandbag run each round significantly elevates heart rate and taxes aerobic capacity throughout.
- Speed (5/10): AMRAP format rewards efficient transitions and consistent pacing. Athletes must balance moving quickly through movements against managing fatigue over 19 minutes, making steady-state pacing and smart transitions critical.
- Flexibility (4/10): Sandbag get-ups require hip mobility and thoracic rotation. Squats demand adequate ankle and hip flexibility. Burpees require shoulder and hip extension. Moderate mobility demands across multiple movement patterns.
- Strength (3/10): Light sandbag loads (30/20 lb) are not maximal strength demands. The weight adds challenge to squats and get-ups but primarily serves as a stamina and endurance tool rather than a true strength stimulus.
- Power (3/10): Burpees over the sandbag require some explosive hip extension, but the overall workout is paced for endurance rather than maximal power output. Sandbag get-ups are deliberate and controlled rather than explosive.

Scaling Options
Weight: Reduce to 20/15 lb for newer athletes or those with limited sandbag experience. If no sandbag is available, substitute a dumbbell or light barbell for squats and a light dumbbell for get-ups. Reps: Reduce sandbag squats to 15, get-ups to 7, and burpees to 5 for athletes still building aerobic base or unfamiliar with the movements. Distance: Shorten the run to 100 meters if the 200m consistently takes more than 2 minutes or if space is limited. Movement substitutions: Replace sandbag get-ups with dumbbell Turkish get-ups (lighter load) or sandbag deadlifts if get-ups are unfamiliar. Replace burpees over sandbag with step-over burpees or standard burpees to a target. Time: Keep the full 19 minutes — the AMRAP format self-regulates, so time adjustment is rarely necessary.
Scaling Explanation
Scale the weight if you cannot complete the first set of 20 squats in no more than two breaks while maintaining a neutral spine and full depth. Scale the get-ups if you are unfamiliar with the movement pattern — technique breakdown here risks shoulder and lower back injury, and no amount of intensity is worth that. The target stimulus is sustained, uncomfortable effort across the full 19 minutes with minimal standing around. If an athlete is stopping for more than 15-20 seconds between movements in the first two rounds, the load or volume is too high. Prioritize movement quality on get-ups above all else — intensity can be dialed up once the pattern is solid. A well-scaled athlete completing 4 solid rounds is far better than an Rx athlete grinding through 2 ugly ones.
Intended Stimulus
This is a moderate-to-long time domain grind lasting the full 19 minutes, demanding a hard sustained effort throughout. The sandbag is the constant companion — never leaving your hands or shoulders — which creates a unique full-body fatigue that compounds with every round. The primary challenge is mental and conditioning-based: the awkward, shifting load of the sandbag taxes your grip, core, and stabilizers in ways a barbell never will. Expect 3-5 rounds depending on fitness level. The goal is to keep moving with purpose, not to sprint and blow up early.
Coach Insight
Start conservatively — the sandbag run will expose any athlete who goes out too hot on the squats and get-ups. For the 20 sandbag squats, break them into two sets of 10 early on (10-10) and allow yourself to go to smaller sets (7-7-6) in later rounds rather than grinding to failure. For the get-ups, control the descent — rushing these leads to sloppy movement and wasted energy; aim for smooth, deliberate reps. On the 200m run, keep the sandbag in a bear-hug or on one shoulder and switch sides at the halfway point to balance the load — do NOT let it drag or hang low, as this kills your posture and breathing. For the 7 burpees over the sandbag, stay low and efficient — step up if needed, but keep a consistent rhythm. The biggest mistake athletes make is treating the run as a rest — it is not. Maintain a brisk pace and use it as a transition, not a walk break. Transitions between movements should be immediate; the sandbag is already right there.
Benchmark Notes
Each round is 20 sandbag squats, 10 sandbag get-ups, a 200 m sandbag run (all 30/20 lb) and 7 burpees over the bag. L5 (4.6-5.25 rounds) takes about 3:40 a round. Elite athletes hold about 2:15 a round (8.4+ in 19 minutes).
Modality Profile
4 movements total: Sandbag Squat (W - external load), Sandbag Get-Up (W - external load), Sandbag Run (M - cyclical cardio with load, classified as monostructural), Burpee Over Sandbag (G - bodyweight movement). W: 2/4 = 50%, M: 1/4 = 25%, G: 1/4 = 25%.
