Workout Description

For Time 50 Thrusters (45/35 lb) 50 Sit-Ups 50 Box Jumps (24/20 in) 50 Kettlebell Swings (24/16 kg) 50 Thrusters (45/35 lb)

Why This Workout Is Hard

The bookending of 50 thrusters creates a brutal cumulative fatigue pattern — legs and shoulders are taxed early, then must perform again after 150 additional reps. While the weight is light (45/35 lb), 100 total thrusters for time is the primary killer. Box jumps compound leg fatigue between thruster sets, and the continuous 'for time' format eliminates recovery. Total volume (~250 reps) will take most athletes 20-30 minutes.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (10/10): 250 total reps with 100 thrusters bookending the workout creates extreme muscular endurance demands. Legs, shoulders, and core must sustain repeated contractions under fatigue across all five movements.
  • Endurance (8/10): 250 total reps across five movements demands sustained cardiovascular output. The combination of thrusters, box jumps, and KB swings keeps heart rate elevated throughout, making aerobic capacity a primary limiter.
  • Speed (6/10): For Time format incentivizes fast cycling and minimal rest. Efficient transitions between movements and maintaining rep rhythm under fatigue are critical to a competitive finish time.
  • Power (6/10): Box jumps and kettlebell swings are inherently explosive movements, and thrusters require a powerful drive from the squat. However, fatigue from high volume reduces peak power output significantly over time.
  • Flexibility (5/10): Thrusters require overhead mobility and hip flexion, box jumps need hip extension, and KB swings demand posterior chain flexibility. Moderate mobility demands across multiple planes of movement throughout.
  • Strength (4/10): Light to moderate loads (45/35 lb thrusters, 24/16 kg KB) are used, making this a muscular endurance challenge rather than a true strength test. Loads are manageable but accumulate significantly.

Scaling Options

Weight: Reduce thrusters to 35/25 lb or even an empty barbell if 45/35 lb compromises form under fatigue. Scale KB swings to 16/12 kg or use a lighter dumbbell. Volume: Reduce all movements to 35 reps each for athletes newer to high-volume workouts, or 40 reps for intermediate athletes. Movement substitutions: Replace box jumps with step-ups at the same height to reduce impact and leg fatigue — this is especially recommended for athletes with knee issues or those newer to plyometrics. Sit-ups can be subbed with AbMat sit-ups or V-ups depending on ability. Box height can drop to 20/16 in if needed.

Scaling Explanation

Scale if you cannot perform at least 10 unbroken thrusters at Rx weight when fresh, or if your thruster mechanics break down (forward lean, press-out, heels rising) under load. The goal is to finish in the 18-28 minute window — if you're projected to go beyond 35 minutes, reduce reps or weight to preserve the intended stimulus of sustained hard effort. Prioritize technique over Rx weight, especially on thrusters: a sloppy thruster under fatigue is a recipe for shoulder or low back strain. Athletes should feel like they're working hard the entire time but never completely redlining — this is a grind, not a sprint.

Intended Stimulus

This is a moderate-to-long grind lasting roughly 18-30 minutes for most athletes. The bookend thrusters (100 total) are the defining feature — expect your legs and shoulders to be cooked by the final set of 50. The energy demand is a hard sustained effort requiring you to manage fatigue across five movements while keeping output high. The primary challenge is mental and conditioning-based: the workout looks manageable on paper but the cumulative volume and repeated thruster sets will test your ability to stay composed and keep moving when everything wants to slow down.

Coach Insight

The biggest mistake athletes make here is going out too hot on the first 50 thrusters and paying for it on the back half. Treat the opening thrusters as a controlled investment — sets of 10-12 with short, disciplined rest (10-15 seconds) rather than grinding to failure. The middle three movements (sit-ups, box jumps, KB swings) are your recovery window — move steadily but use them to bring your heart rate down before the final 50 thrusters hit. On box jumps, step down every rep to protect your legs for what's coming. KB swings should be rhythmic and unbroken if possible — use the hip hinge to your advantage and let momentum do the work. For the final 50 thrusters, break early and often: sets of 7-8 are better than grinding sets of 15 and then dying. Keep your elbows high in the front rack to save your shoulders, and drive through your hips to take load off your arms. Transitions between movements should be brisk — don't stand around catching your breath, walk to the next station and start moving.

Benchmark Notes

50 thrusters at 45/35 lb, 50 sit-ups, 50 box jumps, 50 kettlebell swings at 24/16 kg and 50 more thrusters: 250 light reps. L5 (11-12:45) breaks the swings and box jumps into sets of 10-15. L10 (under 6:15) goes nearly unbroken.

Modality Profile

4 movements: Thruster (W), Sit-Up (G), Box Jump (G), Kettlebell Swing (W). 2 Gymnastics + 2 Weightlifting = 50/50 split. No monostructural movements.
