Workout Description
11 Rounds for Time (with a Partner)
4 Rope Climbs (15 ft)
20 Alternating Dumbbell Squat Clusters (45/35 lb)
13 Box Jump Overs (24/20 in)
Time Cap: 40 minutes
Why This Workout Is Very Hard
11 rounds with a partner provides built-in rest, but the volume is brutal: 44 rope climbs (grip destroyer), 220 dumbbell squat clusters (a thruster variant demanding legs, shoulders, and lungs), and 143 box jump overs. Rope climbs and squat clusters both hammer grip and shoulders simultaneously, creating compounding fatigue. The 40-minute cap adds time pressure. Even splitting work 50/50, each athlete faces ~22 rope climbs and 110 squat clusters — extremely taxing.
Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): Massive muscular endurance demand across 11 rounds: 44 rope climbs, 220 dumbbell squat clusters, and 143 box jump overs. Grip, legs, and shoulders face relentless fatigue accumulation requiring exceptional muscular staying power.
- Endurance (7/10): Eleven rounds with a 40-minute cap creates sustained cardiovascular demand. Partner format allows brief recovery, but the cumulative volume of rope climbs, squats, and box jumps keeps heart rate elevated throughout.
- Power (6/10): Box jump overs require repeated explosive lower body power, and squat clusters involve a power clean into a thruster-style movement. Power output must be maintained across 11 rounds under significant fatigue.
- Strength (5/10): Rope climbs demand significant upper body pulling strength, and dumbbell squat clusters at 45/35 lb add moderate load. Not maximal effort, but strength endurance under fatigue is a consistent challenge throughout.
- Speed (5/10): Partner format allows strategic pacing and brief recovery windows. Efficient transitions and movement cycling matter, but the sheer volume and 40-minute cap reward steady sustainable pacing over all-out sprinting.
- Flexibility (4/10): Squat clusters require hip and ankle mobility, rope climbs demand shoulder and hip flexor range, and box jump overs need adequate hip extension. Moderate mobility demands across multiple movement patterns.

Scaling Options
Rope Climbs: Scale to 2-3 rope climbs per round, or substitute 3 rope pull-ups (lying on the floor pulling to standing) or 5-6 strict pull-ups or ring rows per rope climb. For athletes with limited upper body pulling strength, use a foot-assisted rope climb (feet on the floor, pull to standing) or a 10-foot rope climb target. Dumbbell Squat Clusters: Reduce load to 35/25 lb or 25/15 lb for newer athletes. If the full squat cluster is too complex, break it into a goblet squat + dumbbell thruster or simply a dumbbell thruster. Reduce reps to 14 alternating (7 per side) if 20 is too much volume. Box Jump Overs: Scale height to 20/16 in or reduce to step-up overs. Reduce reps to 10 per round. Volume: Scale to 8 rounds if 11 rounds feels unmanageable given the time cap. Prioritize keeping the rope climbs in some form — they are the signature movement of this workout.
Scaling Explanation
Scale if you cannot complete at least 2 unbroken rope climbs, cannot perform a dumbbell squat cluster with proper mechanics (upright torso, full squat depth, locked-out overhead), or if your estimated time would exceed the 40-minute cap. The goal is to finish in 30-38 minutes — if you're projected to go over the cap, reduce rounds to 8 or cut rope climbs to 2 per round. Prioritize technique on the rope climbs above all else — a fall or rope burn from poor foot lock is not worth the Rx label. Intensity should be moderate and sustainable; this is not a sprint. Athletes should feel challenged but never completely broken — if one partner is consistently waiting more than 90 seconds for the other, the load or volume needs to come down. Newer athletes should focus on learning the squat cluster movement pattern at lighter loads rather than grinding through heavy reps with poor form.
Intended Stimulus
This is a long-duration grind — expect 30-40 minutes of sustained, moderate-to-high effort with a partner sharing the load. The stimulus is a long steady engine test with repeated bouts of skill-based gymnastics, loaded squatting, and explosive jumping. The rope climbs demand upper body pulling strength and technique, the dumbbell squat clusters (a squat clean thruster combo) tax the legs and lungs, and the box jump overs keep the heart rate elevated between heavier movements. The primary challenge is mental and conditioning — 11 rounds is a lot, and the partnership element means communication, pacing, and trust are just as important as fitness. Think of this as a long chipper disguised as a partner workout — steady, smart, and relentless.
Coach Insight
Divide the work strategically with your partner from the start — don't just 'go until you're tired.' A clean split might be: one partner does 2 rope climbs while the other rests, then switch; alternate every 10 dumbbell squat clusters; and split box jump overs in sets of 6-7. Rope climbs are the most taxing movement — protect your grip and avoid going to failure. Use a strong J-hook or S-wrap foot technique to save your arms. On the dumbbell squat clusters, the movement is a full squat clean into a thruster — keep your chest up in the squat, drive through the heels, and lock out overhead before lowering. These will accumulate fatigue fast; break them early (sets of 5s) rather than grinding through 10+ unbroken late in the workout. Box jump overs should be steady and rhythmic — step down if needed to protect your Achilles and keep your heart rate from spiking unnecessarily. Common mistakes: going too hot on rope climbs in rounds 1-3 and dying by round 6, letting the dumbbell squat cluster turn into a sloppy power clean with a press, and partners not communicating rest intervals. Target a consistent round pace — if rounds 1-3 take 3 minutes, aim to hold 3:30 or better through round 11.
Benchmark Notes
Partner workout, 11 shared rounds of 4 rope climbs, 20 alternating dumbbell squat clusters at 45/35 lb and 13 box jump-overs (407 reps), with a 40-minute cap. An average team finishes in about 34 minutes, so finishing is L5; capped teams are graded by reps. An elite team (under 21 min) trades quick sets at about 1:55 a round.
Modality Profile
3 movements: Rope Climb (G), Dumbbell Cluster (W), Box Jump-Over (G). That gives 2 Gymnastics and 1 Weightlifting, no Monostructural. 2/3 = 67% W... wait, recalculating: 2 G movements and 1 W movement = G: 67%, W: 33%. Rope Climb = G, Box Jump-Over = G, Dumbbell Cluster = W. So G: 67, M: 0, W: 33.
