Workout Description
AMRAP in 33 minutes
50 meter Farmer's Carry (2x24/16 kg)
25 Dumbbell Squats (2x24/16 kg)
10 Burpee Pull-Ups
Why This Workout Is Hard
The 33-minute AMRAP creates relentless cumulative fatigue across three movements that share limiting factors. The farmer's carry and dumbbell squats both hammer grip and legs, leaving athletes compromised for burpee pull-ups. The 24kg load is moderate but sustained over 33 minutes becomes brutal. Burpee pull-ups add a cardio and skill tax after already fatigued grip and legs, making this consistently hard throughout.
Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High cumulative volume across rounds taxes grip, legs, and upper body pulling muscles. Farmer's carries and dumbbell squats compound fatigue, demanding sustained muscular output over the full 33 minutes.
- Endurance (7/10): A 33-minute AMRAP with continuous movement across three exercises creates sustained cardiovascular demand. The combination of loaded carries, squats, and burpee pull-ups keeps heart rate elevated throughout.
- Speed (5/10): Efficient transitions between farmer's carry, squats, and burpee pull-ups matter for round accumulation. Pacing is critical over 33 minutes, balancing movement speed against sustainable output without burning out early.
- Strength (4/10): Moderate loads of 24/16 kg dumbbells provide meaningful resistance in squats and carries, but the AMRAP format prioritizes endurance over maximal force production. Strength is a secondary demand.
- Flexibility (3/10): Dumbbell squats require adequate hip and ankle mobility, while burpee pull-ups need basic shoulder range of motion. Demands are moderate but not extreme; standard CrossFit mobility suffices.
- Power (3/10): Burpee pull-ups contain a brief explosive element in the jump and pull, but the overall workout is paced for endurance rather than maximal power output. Power is incidental rather than primary.
Movements
- Farmer Carry
- Burpee Pull-Up
- Dumbbell Squat
Scaling Options
Weight: Reduce farmer's carry and dumbbell squats to 2x16/12 kg or even 2x12/8 kg for newer athletes. Movement substitutions: Replace burpee pull-ups with burpee ring rows or jumping burpee pull-ups to reduce pulling demand. For athletes with limited pull-up capacity, sub 10 banded pull-ups or 10 ring rows paired with a standard burpee. Volume: Reduce farmer's carry to 35 meters, squats to 15-20 reps, and burpee pull-ups to 6-8 per round. Time: Keep the 33-minute window but adjust reps/load so athletes complete at least 4-5 rounds. Grip-limited athletes can use straps on the farmer's carry only.
Scaling Explanation
Scale if you cannot complete the farmer's carry without setting the bells down more than once, cannot do at least 10 dumbbell squats unbroken at Rx weight, or have fewer than 5 kipping pull-ups. The goal is to keep moving for the full 33 minutes with minimal rest — if you're stopping every few reps due to load or pulling failure, the stimulus is lost. Prioritize technique over load, especially on the squats and carry. A well-paced athlete at scaled weight will get far more out of this workout than someone grinding through Rx weights with poor movement and long rest periods. Target 5-7 rounds for well-conditioned athletes; 3-5 rounds is a solid goal for intermediate athletes.
Intended Stimulus
This is a long-duration aerobic grind targeting muscular endurance, grip stamina, and mental toughness. At 33 minutes, expect a steady, sustainable effort — not a sprint. The combination of loaded carries, squats, and burpee pull-ups creates a full-body conditioning stimulus that taxes the posterior chain, legs, and pulling muscles repeatedly. The primary challenge is pacing your effort and managing grip fatigue across the entire window. Think of this as building your long aerobic engine while under load — a slow burn that rewards patience and consistency over aggression.
Coach Insight
Start conservatively — athletes who go out hot on the farmer's carry and squats will pay dearly by round 3. Aim for a pace you could sustain for 45 minutes if you had to. On the farmer's carry, keep your chest tall, shoulders packed, and core braced — don't let the bells pull you into a forward lean. For dumbbell squats, hold the bells at your sides or on your shoulders — choose a grip that gives your forearms a break from the carry. Break the 25 squats early: consider 13-12 or 10-8-7 rather than grinding through a painful set of 25 unbroken. Burpee pull-ups are the sneaky grip killer — use a controlled, rhythmic burpee and a smooth kip to avoid burning out your hands. Avoid the common mistake of treating each movement as a separate event — think of the whole round as one continuous flow. Transitions should be deliberate but not slow. Chalk up before burpee pull-ups if needed.
Benchmark Notes
Each round is a 50 m farmer's carry and 25 dumbbell squats with 2x24/16 kg, then 10 burpee pull-ups. L5 (9.5-11 rounds) takes about 3 minutes a round. Elite athletes hold about 1:50 a round (18.5+ in 33 minutes).
Modality Profile
Three movements: Farmer Carry (W), Dumbbell Squat (W), Burpee Pull-Up (G - hybrid bodyweight movement). Two modalities present: 2 Weightlifting, 1 Gymnastics. Rounded to 67% W and 33% G.
