Workout Description
AMRAP (with a Partner) in 20 minutes
2 x 15 ft Rope Climb
100 meter Fireman Carry
Why This Workout Is Very Hard
This partner workout combines two brutally demanding movements. Rope climbs require significant grip and pulling strength, while a 100m fireman carry demands full-body strength, cardiovascular endurance, and mental toughness. Though partners share the load, the fireman carry is exhausting and technically demanding, and rope climbs punish already-fatigued grip. The 20-minute AMRAP format means continuous accumulation of fatigue with minimal recovery between rounds.
Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): Rope climbs demand significant upper body pulling endurance, while fireman carries tax the entire posterior chain and legs repeatedly. Cumulative muscular fatigue across many rounds is a primary challenge.
- Strength (7/10): Carrying a partner's bodyweight for 100 meters requires substantial functional strength, and rope climbs demand high relative pulling strength. Both movements challenge maximal force production under fatigue.
- Endurance (6/10): A 20-minute partner AMRAP with rope climbs and fireman carries creates sustained cardiovascular demand. Partners share the load, allowing brief recovery, but continuous effort keeps heart rate elevated throughout.
- Power (4/10): Initial rope climb pulls and transitioning the partner onto shoulders require bursts of explosive effort. However, the sustained carry and controlled climbing technique reduce overall power emphasis significantly.
- Speed (4/10): Partner transitions and pacing strategy matter in this AMRAP, but the heavy nature of fireman carries and technical rope climbs naturally limit cycling speed. Steady, efficient pacing dominates over sprinting.
- Flexibility (3/10): Rope climbs require moderate shoulder and hip flexor mobility. Fireman carries demand basic hip and thoracic positioning. Neither movement requires extreme range of motion or complex mobility patterns.
Scaling Options
Rope Climb scaling: (1) 3-5 Strict Pull-ups per rope climb, (2) 15-foot Rope Climb with foot assistance only (no jumping), (3) Rope Pull-ups from a seated position on the floor (lay under the rope, pull chest to hands), (4) 3 Rope Pulls from standing (pull rope hand-over-hand without climbing). Fireman Carry scaling: (1) Reduce distance to 50 meters if 100 meters is too taxing, (2) Sub a Sandbag Carry (100-150 lbs) if partner carry is not feasible due to size mismatch or injury, (3) Farmer Carry with heavy kettlebells or dumbbells (70/53 lbs per hand) for 100 meters. Volume modification: If rounds are taking longer than 4-5 minutes, reduce to 1 rope climb per round or cut carry distance to 50 meters.
Scaling Explanation
Scale the rope climb if an athlete cannot perform at least 2-3 strict pull-ups unbroken or has not yet developed safe rope technique — falling from height is a serious injury risk and should never be rushed. Scale the fireman carry if there is a significant bodyweight mismatch between partners (more than 50-60 lbs difference), or if either athlete has shoulder, neck, or lower back limitations. The goal is to keep each round taking roughly 2-4 minutes so partners accumulate meaningful work across the 20 minutes. Prioritize technique on the rope climb above all else — a sloppy descent or failed foot lock is how injuries happen. Intensity is secondary to moving safely and consistently throughout the full 20 minutes.
Intended Stimulus
This is a moderate-to-long time domain partner workout (20 minutes) designed to build raw functional strength, grip endurance, and mental toughness. The fireman carry demands full-body muscular endurance and coordination while the rope climbs tax grip, pulling strength, and technique under fatigue. Expect a sustained, grinding effort — not a sprint. The energy demand is a hard, sustained engine with repeated bouts of high-output strength work. The primary challenge is a combination of skill (rope climb technique) and strength-endurance (carrying a human being 100 meters). Partners should push each other to keep moving and minimize rest.
Coach Insight
Communication with your partner is everything here. Decide upfront who climbs first and who carries first each round — don't waste time figuring it out mid-workout. On the rope climbs, use your legs aggressively with a J-hook or S-wrap foot technique to save your arms and grip for the long haul. Avoid death-gripping the rope — relax your hands between pulls. On the fireman carry, keep the load centered across your shoulders, engage your core, and take short controlled steps. Don't try to sprint the 100 meters — a steady, powerful walk-jog is more sustainable. Common mistakes: burning out grip on rope climbs by pulling with arms only, and picking up the partner too fast without a solid setup. Aim for smooth transitions and consistent pacing every round rather than going out hot and dying in the back half.
Benchmark Notes
Partner AMRAP: each round is two 15 ft rope climbs and a 100 m fireman carry, shared. L5 (7.5-8.75 rounds) takes about 2:20 a round. An elite team holds about 1:15 a round (16.25+ in 20 minutes).
Modality Profile
Two movements: Rope Climb is Gymnastics (bodyweight movement), Partner Carry is Weightlifting (external load - carrying another person's weight). 1G + 1W = 50/50 split.
