Workout Description

For Time Buy-In: 2 mile Run Then, 4 rounds of: 3 Rope Climbs 18 Thrusters (95/65 lb) 12 Bar Facing Burpees Cash-Out: 2 mile Run Wear a Weight Vest (20/14 lb) throughout

Why This Workout Is Extremely Hard

This workout combines four brutal elements simultaneously: 4 miles of running in a 20/14lb weight vest, rope climbs (grip-intensive skill), thrusters at competition weight, and bar-facing burpees — all for time. The vest destroys running economy and makes every movement harder. Rope climbs after weighted running will devastate grip. The buy-in/cash-out structure means athletes hit the barbell complex already fatigued and must run again completely gassed. Estimated 60-90+ minutes for average athletes.

Training Focus

This workout develops the following fitness attributes:

  • Endurance (9/10): Four miles of running with a weight vest bookending high-intensity rounds creates massive cardiovascular demand. Sustained aerobic output is required throughout, making endurance the dominant fitness domain.
  • Stamina (9/10): 72 thrusters, 12 rope climbs, and 48 burpees across rounds demand extreme muscular endurance in legs, shoulders, and grip. The vest amplifies fatigue accumulation significantly across all muscle groups.
  • Power (5/10): Thrusters and burpees require explosive hip extension and power output. However, the sheer volume and cumulative fatigue force athletes into a grind rather than maintaining peak power expression throughout.
  • Speed (5/10): For Time format incentivizes fast transitions and efficient cycling, but the volume and vest make sustained sprinting unsustainable. Athletes must balance urgency with pacing strategy across a very long workout duration.
  • Strength (4/10): Rope climbs require meaningful pulling strength, and thrusters at 95/65 lb are moderately loaded. However, the high rep count and fatigue context shift the demand toward endurance rather than maximal force production.
  • Flexibility (4/10): Thrusters require overhead mobility and hip flexibility through full squat depth. Rope climbs demand shoulder range of motion. Overall mobility needs are moderate but consistent across all movements in the workout.

Scaling Options

Weight vest: reduce to 10 lb or remove entirely for athletes newer to vest work or those with shoulder or back limitations. Rope climbs: scale to 2 rope climbs per round, or substitute 3 rope pull-to-stands (lying to standing on the rope), or 6 strict pull-ups, or 9 ring rows per round. Thrusters: reduce to 75/55 lb or 65/45 lb — prioritize keeping sets moving over Rx weight. Bar facing burpees: reduce to 9 per round or substitute regular burpees if jumping over the bar is a coordination issue. Run: reduce each run to 1 mile, or substitute 2,000m row or 4,000m bike erg if running is limited. Rounds: reduce to 3 rounds of the midpiece for athletes newer to high-volume workouts. Volume-scaled version: 1-mile run buy-in, 3 rounds of 2 rope climbs / 12 thrusters / 9 bar facing burpees, 1-mile run cash-out, no vest.

Scaling Explanation

Scale the vest if you cannot maintain a jog on the run or if your thruster mechanics break down under the added load — the vest should add challenge, not destroy movement quality. Scale rope climbs if you cannot complete 3 unbroken climbs when fresh; grip failure mid-climb is a safety issue. Scale thruster weight if you cannot do at least 9 unbroken reps at Rx weight when fresh — with a vest and fatigue, you'll need that buffer. The goal completion time is 60 to 90 minutes for most athletes. If you're projected to go beyond 90 minutes, reduce the run distances or drop to 3 rounds. Intensity is secondary here — this workout is about sustained movement and mental durability. Prioritize keeping moving over hitting Rx standards. An athlete who scales smartly and finishes in 75 minutes gets far more out of this than one who goes Rx and grinds to a halt.

Intended Stimulus

This is a long-duration grind — expect 60 to 90+ minutes of sustained suffering. The weight vest turns every movement into a heavier, more demanding version of itself, and the two 2-mile runs bookending the midpiece create a brutal aerobic tax at the start and finish when you're freshest and most fatigued, respectively. The primary adaptation here is mental and aerobic resilience — your body will want to quit long before it actually needs to. The energy demand is a long, steady engine with repeated spikes of intensity during the rope climbs and thrusters. Primary challenges are mental toughness, pacing discipline, and managing grip fatigue across all four rounds.

Coach Insight

The opening 2-mile run sets the tone — go out controlled, not fast. If you redline the first run, the rope climbs in round one will feel like round four. Aim for a conversational to moderate pace on both runs; the vest will make them harder than they look on paper. On rope climbs, use a strong, efficient foot lock — J-hook or S-wrap — and let your legs do the work. Your grip is a limited resource across 12 total climbs plus 72 thrusters, so protect it. For thrusters at 95/65 with a vest, break early and often — sets of 6-6-6 or 9-9 are smarter than going unbroken and blowing up. Bar facing burpees should be steady and rhythmic, not fast — find a pace you can sustain all four rounds without stopping. The cash-out 2-mile run is purely mental; your legs will be cooked, your grip will be gone, and your lungs will be burning. Shorten your stride, keep your head up, and just keep moving. Common mistakes: going too fast on the first run, going unbroken on thrusters in round one and dying in rounds two and three, and losing foot lock efficiency on rope climbs when fatigued.

Benchmark Notes

In a 20/14 lb vest: a 2-mile run, four rounds of 3 rope climbs, 18 thrusters at 95/65 lb and 12 bar-facing burpees, then another 2-mile run. The runs are about 70% of the time. L5 (51:15-56:30) runs vested 10-minute miles. L10 (under 35 min) runs near 6:30 miles.
