Workout Description

4 Rounds for Time 15 Overhead Squats (95/65 lb) 400 meter Run 15 Handstand Push-Ups 400 meter Run

Why This Workout Is Very Hard

Four rounds creates brutal cumulative fatigue across multiple limiting factors. Overhead squats demand shoulder stability and mobility under load, then running destroys leg drive needed for HSPUs, which in turn tax the same pressing muscles needed for OHS. The 400m runs provide minimal recovery while maintaining cardiovascular stress. Total volume (~60 OHS, ~60 HSPUs, 3200m running) will take most athletes 30-40+ minutes, with HSPUs becoming the primary bottleneck as shoulders accumulate fatigue across rounds.

Training Focus

This workout develops the following fitness attributes:

  • Endurance (8/10): Four rounds of 400m runs totaling 3200m of running, combined with continuous movement between sets, creates significant cardiovascular demand sustained over the entire workout duration.
  • Stamina (8/10): Repeated sets of 15 overhead squats and 15 handstand push-ups across 4 rounds accumulate high volume in both lower and upper body pushing muscles, demanding sustained muscular endurance.
  • Flexibility (8/10): Overhead squats demand exceptional shoulder mobility, thoracic extension, and hip flexibility simultaneously. Handstand push-ups require shoulder and wrist mobility, making this a high flexibility demand workout.
  • Strength (5/10): Overhead squats at 95/65 lb require meaningful strength and stability, while handstand push-ups demand significant relative upper body pressing strength, though neither is near maximal loading.
  • Speed (5/10): For-time format incentivizes efficient transitions and steady pacing across all movements. Athletes must balance cycling speed on squats and HSPU against fatigue management over four full rounds.
  • Power (3/10): Neither overhead squats nor handstand push-ups are primarily explosive movements at these rep ranges. Running provides some power demand but the for-time format encourages pacing over sprinting.

Scaling Options

Overhead Squats: reduce to 75/55 lb or 65/45 lb for athletes still developing positional strength; sub front squats or goblet squats if overhead stability is a limiting safety concern. Handstand Push-Ups: scale to pike push-ups (feet on a box for more difficulty), strict dumbbell press (2x35/25 lb), or seated dumbbell press for beginners. Reduce reps to 10 per round if the full 15 creates excessive rest or form breakdown. Volume: reduce to 3 rounds if the athlete is newer or the time cap is a concern. Run: sub 500m row or 1-minute bike if running is limited by injury.

Scaling Explanation

Scale the overhead squat if you cannot perform 10 unbroken reps with a stable overhead position — a collapsing squat or forward-drifting bar is a back and shoulder injury waiting to happen under fatigue. Scale handstand push-ups if you cannot complete at least 5 unbroken with full range of motion; kipping HSPUs require solid shoulder strength and body awareness, and sloppy reps under fatigue risk neck and shoulder strain. The goal is to finish in 25-35 minutes while keeping movement quality intact throughout all 4 rounds. Intensity is secondary to technique on these two movements — prioritize positions over pace every time.

Intended Stimulus

This is a moderate-to-long time domain workout targeting 20-35 minutes for most athletes. It demands a hard sustained effort — think 'comfortably uncomfortable' the entire way through. The primary challenge is skill and strength endurance: overhead squats and handstand push-ups are highly technical movements that degrade quickly under fatigue, and the 400m runs serve as active recovery that also accumulate significant cardiovascular demand. Expect your shoulders and upper back to be the limiting factor, not your lungs.

Coach Insight

Pace the runs at a controlled, conversational effort — these are not sprints. Treat them as recovery between the skill work. On overhead squats, establish your grip width and shoulder engagement before the first rep and do NOT let the bar drift forward. Break early: sets of 8-7 or 5-5-5 are smarter than going to failure and grinding. For handstand push-ups, use a consistent kip and set your head and hands in a tight triangle every rep. The biggest mistake athletes make is blowing out their shoulders on round 1 by going unbroken when they could have. Rounds 3 and 4 are where this workout is won or lost — if you're shattered by then, you went too hard early. Keep transitions sharp: don't stand around after the run, get into position and start moving.

Benchmark Notes

Four rounds of 15 overhead squats at 95/65 lb, a 400 m run, 15 handstand push-ups and another 400 m run: 3.2 km of running. L5 (27:30-31:30) runs about 2 minutes a lap and breaks the handstand push-ups into sets of 3-5. L10 (under 15:15) runs near 1:15.

Modality Profile

Three unique movements: Handstand Push-Up (Gymnastics), Run (Monostructural), and Overhead Squat (Weightlifting - barbell with external load). Each modality gets roughly 33% with Weightlifting rounded up to 34%.
