Workout Description
AMRAP (with a Partner) in 30 minutes
Buy-in:
1 mile Run (together)
Then, AMRAP in the remaining time of:
27 Push-Ups
20 Deadlifts (315/205 lb)
Why This Workout Is Very Hard
The 1-mile partner run buy-in fatigues legs and lungs before touching the barbell. Then 315/205 lb deadlifts are extremely heavy — near 1RM territory for many average athletes — paired with 27 push-ups in a continuous AMRAP over ~25 remaining minutes. The combination of heavy loading, high rep deadlifts under accumulated fatigue, and extended time domain creates multiple simultaneous limiters: grip, posterior chain, and pressing endurance.
Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High-rep push-ups (27 per round) combined with 20 heavy deadlifts accumulate significant muscular fatigue over time. Partner format allows brief recovery but total volume across 30 minutes remains very high.
- Endurance (7/10): The mandatory 1-mile run buy-in plus a 30-minute partner AMRAP creates sustained cardiovascular demand. Continuous movement with a partner sharing load still requires significant aerobic capacity throughout.
- Strength (7/10): 315/205 lb deadlifts are heavy, demanding real strength output. While not maximal singles, these loads require substantial force production and will fatigue the posterior chain meaningfully across multiple rounds.
- Speed (5/10): Partner format creates natural transition points and pacing decisions. Efficient handoffs and movement cycling matter for maximizing rounds, but the heavy deadlift load limits true sprint-style cycling.
- Flexibility (3/10): Deadlifts require basic hip hinge mobility and push-ups need shoulder extension. Neither movement demands extreme range of motion, keeping flexibility demands relatively low throughout the workout.
- Power (2/10): Deadlifts at these loads have some power component but are performed for reps in a fatigued state. Push-ups are slow and controlled. Neither movement emphasizes explosive output as a primary demand.
Scaling Options
Deadlift weight: Scale to 225/155 lb for intermediate athletes, or 185/125 lb for newer athletes — the load should feel heavy but allow sets of 5+ with good form. Push-up modifications: Elevate hands on a box or bench (24-inch or 20-inch) to reduce load, or drop to knee push-ups if needed. Rep reductions: Scale push-ups to 21 or 15 reps per round if 27 is unmanageable with a partner split. Scale deadlifts to 15 reps per round if 20 feels excessive at the chosen load. Run substitution: Sub a 1,000m row together (on two ergs side by side) or a 2-minute bike together if running is contraindicated. Time adjustment: The 30-minute window is appropriate for most — no need to shorten it, as the buy-in run naturally manages the AMRAP volume.
Scaling Explanation
Scale the deadlift if you cannot perform at least 5 reps with a neutral spine and full hip extension at the prescribed weight — lower back rounding under load is a red flag and a injury risk, especially as fatigue accumulates over 30 minutes. Scale push-ups if you cannot complete sets of 9+ with chest-to-deck contact and a rigid plank position. The goal is to complete 4-6+ full rounds of the AMRAP after the run, keeping rest periods between sets short and intentional. Prioritize technique over load every time — a heavy deadlift with a rounded back is never worth it. Athletes newer to partner workouts should also practice communicating rep splits before the clock starts to avoid confusion mid-workout.
Intended Stimulus
Long-duration partner grind lasting 30 minutes total, falling squarely in the aerobic endurance domain. The buy-in mile run together sets the tone — it's a shared effort that forces communication and pacing from the jump. Once into the AMRAP, the combination of high-rep push-ups and heavy deadlifts (315/205 lb) creates a brutal push-pull demand on the posterior chain and pressing muscles. The primary challenge is muscular endurance under fatigue — your grip, lower back, and chest will be screaming by round 3. This is a long, steady engine workout with pockets of strength demand, not a sprint. Expect to feel the cumulative fatigue compound as the clock ticks past 20 minutes.
Coach Insight
Run the mile at a conversational pace — both partners must finish together, so match the slower athlete's speed. Burning your lungs on the run will destroy your deadlift capacity. Once into the AMRAP, establish a clear work/rest split immediately: one partner works while the other rests, or split reps within each movement. For push-ups, consider splitting 27 into sets of 9-9-9 or 14-13 early on, then adjust as fatigue sets in — chest-to-deck standards matter, no snaking. For deadlifts at 315/205 lb, this is a heavy load — treat every rep with respect. Hinge hard, brace your core, and do NOT round your lower back under fatigue. Sets of 5-7 are smart early; singles are acceptable late in the workout. Avoid touch-and-go if your form degrades — reset each rep. Key mistake to avoid: going out too hot on push-ups in round 1 and hitting a wall by round 3. Communicate constantly with your partner about how you're feeling — this is a team workout.
Benchmark Notes
Partner workout: a mile run together, then shared rounds of 27 push-ups and 20 deadlifts at 315/205 lb for the rest of 30 minutes. 315 lb is about 80% of an average athlete's deadlift, so partners trade singles and doubles. L5 (5.6-6.6 rounds) runs the mile in about 9 minutes and takes about 3:20 a round. An elite team holds about 1:30 a round (14+).
Modality Profile
Three movements across all three modalities: Run (Monostructural), Push-Up (Gymnastics), Deadlift (Weightlifting). Each modality gets approximately 33% with Weightlifting rounded to 34%.
