Workout Description
3 Rounds for Time
5 Thrusters (155/105 lb)
10 Pull-Ups
15 Ring Push-Ups
Why This Workout Is Hard
The 155/105 lb thrusters are significantly heavier than Fran (95/65), making them a major limiting factor. Ring push-ups add instability and shoulder fatigue that compounds with the pressing demand of thrusters. Pull-ups create grip interference across all three movements. While only 3 rounds with modest reps, the heavy thruster load will force breaks early, and cumulative shoulder/grip fatigue across rounds makes this solidly Hard for the average athlete.

Training Focus
This workout develops the following fitness attributes:
- Stamina (7/10): Cumulative upper body fatigue from 30 pull-ups and 45 ring push-ups combined with 15 heavy thrusters creates significant muscular endurance demands across pushing, pulling, and leg musculature.
- Strength (7/10): 155/105 lb thrusters are a substantial load requiring real strength in the squat and press. Ring push-ups add instability, increasing relative strength demands beyond standard bodyweight movements.
- Power (7/10): Thrusters are inherently explosive, requiring a powerful hip drive to transfer the squat into the overhead press. The heavy loading amplifies the power demand significantly across all 15 reps.
- Endurance (5/10): Three rounds of moderate volume creates a meaningful cardiovascular demand, but the heavy thruster load forces rest breaks, limiting sustained aerobic output compared to longer, lighter workouts.
- Flexibility (5/10): Thrusters require overhead mobility, hip flexion, and thoracic extension. Ring push-ups demand shoulder stability through full range. Moderate but meaningful mobility requirements throughout all three movements.
- Speed (5/10): For Time format incentivizes fast transitions and efficient cycling, but heavy thrusters naturally limit bar cycling speed. Pacing pull-ups and push-ups to avoid failure is strategically important.

Scaling Options
Weight: Reduce thrusters to 115/75 lb (intermediate) or 95/65 lb (beginner) — aim for a load you can cycle for at least 3-4 reps unbroken when fresh. Pull-Ups: Sub jumping pull-ups, banded pull-ups, or ring rows (3 sets of 10) for athletes without consistent pull-up capacity. Ring Push-Ups: Lower the rings closer to the ground for more support, sub standard push-ups, or elevate hands on a box for reduced load. Volume: Reduce to 2 rounds or cut reps to 4 Thrusters / 8 Pull-Ups / 12 Ring Push-Ups if the athlete is newer or managing fatigue. Rounds can also be capped at a 15-minute time limit.
Scaling Explanation
Scale the thruster weight if you cannot perform at least 5 unbroken reps at Rx load when fully fresh — grinding heavy singles through all 3 rounds defeats the metabolic purpose of this workout. Scale pull-ups if you have fewer than 5 strict pull-ups or cannot string together at least 3-4 kipping reps — ring rows are a great substitute that preserves the horizontal pulling stimulus. Scale ring push-ups if your hips are sagging or you cannot maintain a rigid plank position — technique breakdown here leads to shoulder injury. The goal is to finish each round feeling challenged but in control, not completely shattered. Prioritize movement quality over Rx weight every time. Target completion: 8-12 minutes for competitive athletes, 12-15 minutes for intermediate. If you're projected to go beyond 15 minutes, reduce load or volume.
Intended Stimulus
This is a moderate-intensity sprint effort targeting 6-12 minutes of work. The combination of heavy thrusters, pull-ups, and ring push-ups creates a full-body muscular endurance challenge with a significant cardiovascular demand. Expect your lungs and legs to be on fire after each thruster set, with your upper body accumulating fatigue across the push-pull pairing. The primary challenge is strength-endurance — managing a heavy barbell while your body is already taxed from the gymnastics movements. Think 'hard sustained effort' with brief moments of controlled recovery between movements.
Coach Insight
The thrusters are the anchor of this workout — respect them. At 155/105 lb, most athletes will need to break these up, especially in rounds 2 and 3. Consider going 3-2 or even singles in later rounds rather than grinding ugly reps. Drive hard out of the squat and use your hips to punch the bar overhead — don't press it out. On pull-ups, use an efficient kip and try to stay unbroken in round 1, then break into 6-4 or 5-5 in later rounds before you hit failure. Ring push-ups are deceptively fatiguing — keep your rings turned out at the top and control your descent. The biggest mistake athletes make is going too fast on the thrusters in round 1 and dying on round 2. Transitions should be quick but deliberate — shake out your arms between movements. Suggested rep scheme: Thrusters 3-2 / Pull-ups 10 or 6-4 / Ring Push-Ups 8-7 or 15 unbroken in round 1.
Benchmark Notes
Three rounds of 5 thrusters at 155/105 lb, 10 pull-ups and 15 ring push-ups. 155 lb is about 80% of an average athlete's thruster. L5 (6:20-7:40) takes about 2:25 a round. L10 (under 2:50) holds under a minute a round.
Modality Profile
3 movements total: Thruster (W), Pull-Up (G), Ring Push-Up (G). 2 Gymnastics movements and 1 Weightlifting movement. 2/3 = 67% G, 1/3 = 33% W, 0% M.
