Workout Description
For Time
50 Burpees
20 Front Squats (80% of 1 RM)
50 Burpees
Why This Workout Is Very Hard
The sandwich structure is brutal: 50 burpees pre-exhaust the legs and lungs before hitting front squats at 80% 1RM — a near-maximal load requiring significant technique and strength. Then 50 more burpees on already-destroyed legs and cardiovascular system. The front squats will likely require multiple heavy singles under fatigue, and the second burpee set becomes a survival test. Multiple limiting factors hit simultaneously.

Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): 100 burpees total demands exceptional muscular endurance across the entire body. Legs, shoulders, and core must sustain repeated output across a high-rep, fatiguing format with heavy squats in between.
- Endurance (7/10): 100 total burpees sandwiching heavy front squats creates significant cardiovascular demand. The for-time format and high burpee volume sustain elevated heart rate throughout, making aerobic capacity a primary limiter.
- Strength (7/10): Front squats at 80% of 1RM is a genuinely heavy load requiring significant force production. Performing 20 reps at this intensity after 50 burpees makes strength a critical and challenging demand.
- Flexibility (5/10): Front squats require solid thoracic extension, wrist flexibility, and hip mobility. Burpees demand basic hip and shoulder range of motion. Combined, moderate mobility is needed throughout the workout.
- Speed (5/10): For-time format incentivizes fast burpee cycling and efficient transitions. However, heavy front squats force deliberate pacing, and burpee fatigue limits sprint capacity, creating a moderate speed demand overall.
- Power (4/10): Burpees involve explosive hip extension and jump components, while heavy front squats require some power to drive out of the hole. However, fatigue reduces true power expression significantly.
Scaling Options
Weight: Reduce front squat load to 60-70% of 1RM if 80% feels unmanageable under fatigue, or use a fixed load of 135/95 lbs as a reference point. Movement substitutions: Replace burpees with step-back burpees (no jump) to reduce impact and intensity for newer athletes or those with shoulder/wrist limitations. Sub goblet squats or dumbbell front squats if barbell front rack position is a limiting factor. Volume: Reduce burpees to 30-30 or 25-25 for athletes newer to high-volume burpee workouts. Reduce front squats to 15 reps at the same load. A beginner version could be 25 burpees / 15 front squats at 50-60% / 25 burpees.
Scaling Explanation
Scale the front squat weight if you cannot perform at least 3-4 reps with solid technique when fresh — under fatigue, form will degrade further, and a heavy front squat with a compromised position is a recipe for injury. Scale burpee volume if you are newer to CrossFit or if 100 total burpees would push you beyond 30 minutes, as the workout loses its intended stimulus at that point. Prioritize technique on the front squats above all else — intensity can be preserved through load reduction while keeping movement quality intact. Target completion time is 15-25 minutes. If you are finishing under 12 minutes, the front squat weight may be too light. If you are exceeding 28 minutes, reduce burpee volume or front squat load for next time.
Intended Stimulus
This workout is a moderate-to-long time domain grinder, targeting 15-25 minutes for most athletes. The stimulus is a brutal combination of high-volume conditioning sandwiching a heavy strength piece — the burpees tax your cardiovascular system and muscular endurance, while the front squats at 80% of 1RM demand raw strength and composure under fatigue. The primary challenge is mental and physical: can you stay disciplined through 50 burpees, execute heavy barbell cycling with integrity, then dig deep for another 50 burpees when your legs are already cooked? Expect a hard sustained effort with a significant mental component.
Coach Insight
Pace the first 50 burpees with a steady, sustainable rhythm — do NOT sprint them. A controlled pace of 8-12 burpees per minute will save your legs and lungs for the squats. Aim to finish the first set in 5-7 minutes feeling uncomfortable but not destroyed. For the front squats at 80% 1RM, treat these like heavy singles or doubles — do NOT try to cycle them unbroken. Suggested rep schemes: 5-5-5-5, 4-4-4-4-4, or even singles if needed. Prioritize a strong front rack, elbows high, and a braced midline on every rep — fatigue will tempt you to let elbows drop and the bar forward, which is where injuries happen. Rest 10-20 seconds between sets as needed. After the squats, your legs will feel like concrete — accept it and grind through the second 50 burpees. Break them into sets of 10 with short rest if needed. Common mistakes: going too fast on burpees in round 1, rushing the front squat setup, and letting the chest cave under load. Transitions between movements should be deliberate but not slow.
Benchmark Notes
50 burpees, 20 front squats at 80% of max, then 50 more burpees. 80% is about an 8-rep max, so the squats take three to five sets. L5 (10:20-12 min) holds about 13 burpees a minute. L10 (under 5:40) holds 28 a minute.
Modality Profile
Two movements: Burpee (Gymnastics - bodyweight movement) and Front Squat (Weightlifting - barbell with external load). 1 G + 1 W = 50/50 split.
