Workout Description
For Time
150 Wall Ball Shots (20/14 lb)
100 Push-Ups
50 Air Squats
25 Sit-Ups
Why This Workout Is Hard
The workout's structure front-loads the hardest element: 150 wall balls at 20/14 lb is brutally high volume, destroying legs and lungs before 100 push-ups hammer the shoulders and chest. The descending rep scheme offers false relief — by the time athletes reach air squats and sit-ups, cumulative fatigue is severe. Estimated 20-35 minutes for average athletes with significant breaking required throughout.

Training Focus
This workout develops the following fitness attributes:
- Stamina (10/10): Massive total rep count of 325 reps across four movements hammers muscular endurance, particularly in the shoulders, chest, legs, and core, demanding exceptional sustained output.
- Endurance (7/10): 150 wall balls, 100 push-ups, and additional movements create sustained cardiovascular demand over a lengthy for-time effort, keeping heart rate elevated throughout the entire workout.
- Speed (5/10): For-time format incentivizes efficient cycling and quick transitions between movements, but the enormous volume forces strategic pacing rather than all-out sprinting throughout.
- Flexibility (3/10): Wall balls require hip flexion and overhead reach, squats need adequate ankle and hip mobility, but no extreme range of motion is demanded across any movement.
- Power (3/10): Wall ball shots require a moderate explosive hip drive to project the ball, but the sheer volume shifts the stimulus away from true power toward repetitive muscular output.
- Strength (2/10): All movements are bodyweight or light load; wall ball at 20/14 lb is minimal resistance, making this primarily a muscular endurance rather than maximal strength challenge.
Movements
- Wall Ball
- Push-Up
- Air Squat
- Sit-Up
Scaling Options
Wall Balls: Reduce to 14/10 lb, lower the target to 9 feet, or reduce reps to 100-120. Push-Ups: Scale to knee push-ups, incline push-ups on a box, or reduce reps to 75. Air Squats: Reduce to 35 reps or add a box target for depth assistance if mobility is limited. Sit-Ups: Reduce to 15-20 reps or substitute for 25 AbMat crunches. Full scaling option: 100 Wall Balls (14/10 lb), 75 Knee Push-Ups, 35 Air Squats, 15 Sit-Ups.
Scaling Explanation
Scale if you cannot perform at least 15 unbroken wall balls at Rx weight with good form, or if you cannot do 10 consecutive push-ups with a rigid plank. The goal is to keep moving — if you're resting more than 20-30 seconds between sets, the load or volume is too high. Prioritize technique over Rx weight, especially on wall balls where poor squat depth or a dropped ball wastes energy. Target completion time is 15-25 minutes for most athletes. If you're projected to go beyond 30 minutes, reduce volume or load to preserve the intended stimulus of a hard, sustained conditioning effort rather than a slow grind.
Intended Stimulus
This is a descending-rep grind workout designed to test muscular endurance and mental toughness over a moderate-to-long time domain, typically 15-30 minutes for most athletes. The large wall ball volume up front creates significant quad, shoulder, and cardiovascular fatigue that compounds into the push-ups and beyond. The energy demand is a hard sustained effort — not a sprint, but never comfortable. The primary challenge is mental: the rep counts look manageable in isolation, but accumulated fatigue makes each movement harder than it should be. Expect your lungs and muscles to be screaming by the time you hit push-ups.
Coach Insight
The wall balls will make or break this workout — treat them with respect. Break them early and often rather than going to failure. A strategy like 20-20-15-15-15-15-15-15 or sets of 15-20 with short 5-10 second breaks keeps you moving without burying yourself. Keep your chest tall, hit full depth on the squat, and drive the ball with your hips — not just your arms. For push-ups, the biggest mistake is going unbroken too long and collapsing your hips or flaring your elbows. Break into sets of 10-15 from the start — something like 15-12-10-10-10-10-10-10-8-5 works well. Maintain a rigid plank position throughout. Air squats are your recovery movement here — breathe, find your rhythm, and don't rush. Sit-ups at the end are your victory lap — push the pace and finish strong. Common mistakes: going too fast on wall balls and hitting a wall at rep 80, letting push-up form deteriorate under fatigue, and not breathing consistently throughout.
Benchmark Notes
150 wall balls, 100 push-ups, 50 air squats and 25 sit-ups. The wall balls and push-ups are 85% of the time. L5 (15:30-18 min) breaks the wall balls into sets of 15-20 and the push-ups into sets of 10. L10 (under 8:15) holds sets of 30+.
Modality Profile
4 movements total: Push-Up (G), Air Squat (G), Sit-Up (G) = 3 Gymnastics; Wall Ball (W) = 1 Weightlifting. 3/4 = 75% G, 1/4 = 25% W, 0% M.
