Workout Description
EMOM for 12 minutes
2 Clean-and-Jerks (155/105 lb)
3 Bar Facing Burpees
Why This Workout Is Hard
155/105 lb clean-and-jerks are moderately heavy for the average athlete, and the EMOM format creates time pressure with limited rest. Each round takes roughly 30-40 seconds, leaving only 20-30 seconds of recovery. Over 12 minutes, cumulative fatigue in the legs, shoulders, and lungs compounds significantly. Burpees elevate heart rate just before picking up the barbell, making the C&Js feel heavier each round. Many athletes will need to scale load.
Training Focus
This workout develops the following fitness attributes:
- Power (8/10): Clean-and-jerks are quintessential power movements requiring explosive hip extension in both the clean and jerk. Burpees also demand a rapid jump component, making power the dominant physical quality.
- Stamina (6/10): Cycling clean-and-jerks and burpees every minute for 12 rounds taxes muscular endurance, particularly in the posterior chain, shoulders, and legs, as fatigue compounds across intervals.
- Strength (6/10): 155/105 lb clean-and-jerks represent a moderate-to-heavy load requiring significant strength expression, especially in the pull and drive phases, though only 2 reps per round limits maximal strength demand.
- Flexibility (6/10): Clean-and-jerks demand thorough hip, shoulder, and thoracic mobility for proper catch positions. The overhead jerk lockout and front rack position require above-average flexibility and mobility.
- Endurance (5/10): A 12-minute EMOM creates a moderate cardiovascular demand. The structured work-to-rest ratio prevents true aerobic depletion, but repeated efforts accumulate meaningful cardio stress over the duration.
- Speed (5/10): Athletes must complete reps efficiently within each minute to earn rest, incentivizing quick bar cycling and fast burpee transitions, but the EMOM format moderates true sprint-level speed demands.
Movements
- Bar-Facing Burpee
- Clean and Jerk
Scaling Options
Weight: Scale to 115/80 lb for intermediate athletes or 95/65 lb for newer athletes — aim for a load you can cycle for 2 reps without a significant reset. Movement substitution: Replace clean-and-jerks with power clean-and-push press if the full squat clean or split jerk is not yet consistent under fatigue. For burpees, step-up burpees (step back, step forward, step over the bar) are appropriate for athletes with mobility limitations or those newer to the movement. Volume: Reduce to 1 clean-and-jerk + 3 burpees per round, or 2 clean-and-jerks + 2 burpees if the barbell is the limiting factor. Time: Keep the 12-minute EMOM structure — the interval format is part of the stimulus and should be preserved.
Scaling Explanation
Scale the weight if you cannot perform at least 3-4 unbroken clean-and-jerks at the prescribed load when fresh — under fatigue in an EMOM, 2 reps need to feel manageable. Scale the movement if your squat clean or jerk technique breaks down significantly when your heart rate is elevated, as this is a high-injury-risk scenario. The priority is intensity over load — a lighter barbell moved fast and safely delivers the intended stimulus far better than grinding through heavy reps with poor mechanics. If you're consistently finishing rounds with less than 10 seconds of rest, reduce reps or weight immediately. The goal is to feel the burn of the sprint, recover just enough, and repeat — not to survive each minute.
Intended Stimulus
Short burst power output repeated over 12 minutes. Each minute should feel like a sprint — you're working hard for 20-35 seconds and then recovering before the next interval fires. The goal is to maintain consistent, high-quality reps across all 12 rounds without the work bleeding into your rest time. Primary challenge is the barbell cycling demand of the clean-and-jerk at a moderately heavy load combined with the cardiovascular hit of the burpees. This is a strength-meets-conditioning piece that taxes your ability to move a loaded barbell efficiently when your heart rate is already elevated.
Coach Insight
Your target is to finish each round in 25-35 seconds, giving yourself 25-35 seconds of rest. The clean-and-jerks are the limiting factor — treat them as touch-and-go if you're comfortable cycling the weight, but don't sacrifice your jerk setup for speed. A quick squat clean into a push jerk is your most efficient path. For the burpees, stay controlled and rhythmic — a steady pace beats a frantic one. Jump over the bar with both feet together and land softly to protect your knees. Common mistakes: rushing the jerk and pressing it out (no-rep risk), doing sloppy burpees that waste energy, and going out too hot in rounds 1-3 only to slow dramatically by round 8. Keep your first round honest — if it takes you 40+ seconds, scale immediately. Breathe on the way down in the burpee and use the hip extension to drive your chest up efficiently.
Benchmark Notes
Every minute for 12 minutes: 2 clean-and-jerks at 155/105 lb and 3 bar-facing burpees. The goal is finishing every minute. Like the catalog's other EMOMs, it has no score to grade.
Modality Profile
Two movements: Clean and Jerk (Weightlifting) and Bar-Facing Burpee (Gymnastics - bodyweight movement). 50/50 split between W and G.
