Workout Description
4 Rounds for Time
11 Burpees
121 Single-Unders
14 Air Squats
121 Single-Unders
48 Butterfly Sit-Ups
Why This Workout Is Medium
All movements are basic bodyweight with no skill barrier. The high single-under volume (968 total) and 192 burpees/192 squats/192 sit-ups across 4 rounds creates meaningful fatigue accumulation, but single-unders provide active recovery between harder efforts. The limiting factor is cardiovascular endurance and core fatigue from sit-ups, not skill or load. Most average CrossFitters will grind through this in 25-35 minutes without scaling.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): Massive volume per round — 242 single-unders, 48 sit-ups, 14 squats, and 11 burpees — repeated four times demands exceptional muscular endurance across the entire body over extended time.
- Endurance (7/10): Four rounds of continuous movement with high-rep jump rope and burpees create sustained cardiovascular demand. The aerobic system is heavily taxed throughout, making endurance a primary fitness domain.
- Speed (5/10): For-time format incentivizes efficient cycling of single-unders and quick transitions between movements. Maintaining rhythm on jump rope and minimizing rest between exercises is key to a fast finish.
- Flexibility (3/10): Butterfly sit-ups require hip flexor and lumbar mobility, and burpees demand basic thoracic extension. Overall flexibility demands are moderate-low but slightly above basic positions.
- Power (2/10): Burpees include a small explosive jump component, but the sheer volume and fatigue eliminate true power expression. The workout favors pacing over explosiveness throughout all four rounds.
- Strength (1/10): All movements are bodyweight only with no external loading. Air squats, burpees, and sit-ups require minimal force production, making maximal strength essentially irrelevant here.

Scaling Options
Single-Unders: Keep as-is for most athletes — this is an accessible movement. If coordination is an issue, reduce to 75-80 reps per set or substitute with 40 calories on a bike or 400m row per jump rope block. Burpees: Reduce to 7-8 per round for newer athletes, or substitute step-back burpees (no jump, step back and forward) to reduce impact and intensity. Air Squats: Keep as-is for nearly all athletes — if mobility is a concern, use a target box squat to a 20-inch box. Butterfly Sit-Ups: Reduce to 30 per round for newer athletes, or substitute regular sit-ups or V-ups. Rounds: Reduce to 3 rounds for athletes who are newer to CrossFit or have limited conditioning base.
Scaling Explanation
Scale if you cannot complete 11 burpees in under 60 seconds with reasonable form, or if 48 sit-ups unbroken would take more than 3-4 minutes. The goal is to keep moving for the entire workout — if you're stopping for extended rest periods, the volume is too high. Prioritize intensity and continuous movement over Rx numbers. Athletes should be breathing hard but never fully stopped. Target completion time is 20-30 minutes for intermediate athletes and 30-38 minutes for newer athletes. If you're projected to go beyond 40 minutes, reduce rounds to 3 or cut sit-ups to 30 per round. Technique on squats and sit-ups should remain solid throughout — if your squat depth disappears or your sit-ups become neck-pulling, rest briefly and reset.
Intended Stimulus
This is a moderate-to-long time domain grinder, targeting roughly 20-35 minutes of sustained aerobic effort. The energy demand is a long steady engine — think consistent output over time rather than explosive bursts. The primary challenge here is mental and conditioning-based: the high volume of single-unders (968 total!) combined with burpees, squats, and sit-ups creates cumulative fatigue that tests your ability to stay composed and keep moving. The adaptation is aerobic capacity, muscular endurance, and mental toughness under repetitive, monotonous work.
Coach Insight
The single-unders are your active recovery — use them to control your breathing and heart rate, not to spike it further. Jump rope at a smooth, rhythmic pace rather than going all-out. Burpees should be done at a steady, sustainable pace — avoid sprinting them and blowing up early. Break them into sets of 5-6 if needed in later rounds. Air squats are low enough in volume (14 reps) that you should aim to do them unbroken every round — hit full depth and use them as a brief mental reset. Butterfly sit-ups are the biggest volume challenge at 48 reps per round (192 total). Break these early — consider 3 sets of 16 or 4 sets of 12 — and anchor your feet if possible. Common mistakes: going too fast on burpees in round 1 and dying by round 3, rushing through single-unders and tripping repeatedly, and underestimating the sit-up volume. Transitions between movements should be brisk but controlled.
Benchmark Notes
Four rounds of 11 burpees, 121 single-unders, 14 air squats, 121 more single-unders and 48 butterfly sit-ups: nearly 1,000 single-unders in all. L5 (21:45-24 min) skips about 100 a minute and takes about 5:50 a round. L10 (under 14:45) skips about 150 a minute.
Modality Profile
All 4 movements are Gymnastics: Burpee (bodyweight), Single-Under (jump rope bodyweight coordination), Air Squat (bodyweight), and Butterfly Sit-Up (bodyweight). No monostructural or weightlifting movements present.
