Workout Description
AMRAP in 19 minutes
27 calorie Row
11 Handstand Push-Ups
13 Power Cleans (50/35 kg)
Why This Workout Is Hard
The 27-calorie row taxes the legs and lungs before hitting skill-demanding HSPUs, which many average athletes struggle with fresh — let alone fatigued. The 50kg power cleans are moderate but compound the grip and posterior chain fatigue from rowing. Over 19 minutes of continuous AMRAP, cumulative fatigue across all three movements creates significant interference, with HSPUs becoming the primary bottleneck each round.
Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High rep rowing, handstand push-ups, and power cleans accumulate substantial muscular fatigue across multiple rounds. Upper body pushing and pulling stamina are repeatedly challenged throughout the workout.
- Endurance (7/10): A 19-minute AMRAP with 27 calorie rows per round creates significant cardiovascular demand. The rowing repeatedly taxes the aerobic system, making endurance a primary driver of performance.
- Power (6/10): Power cleans are inherently explosive movements requiring hip extension and bar acceleration. Repeated cycling of cleans under fatigue demands sustained power output, making this a notable component of the workout.
- Strength (5/10): Power cleans at 50/35 kg represent moderate loading, and handstand push-ups require meaningful pressing strength. Neither movement demands near-maximal effort, but both require functional strength under fatigue.
- Flexibility (5/10): Handstand push-ups require shoulder mobility and overhead positioning, while power cleans demand hip and thoracic flexibility. Rowing also requires hamstring and hip flexor range of motion throughout.
- Speed (5/10): Efficient transitions between rowing, handstand push-ups, and cleans matter in an AMRAP format. Cycling speed on cleans and managing rest periods strategically determines total rounds completed over 19 minutes.
Movements

Scaling Options
Row: Reduce calories to 18-20 for athletes who are slower on the erg, or substitute 21 calories on the Assault Bike for a different stimulus. HSPUs: Scale to Pike Push-Ups (feet elevated on a box), Seated Dumbbell Press (2x15-20 kg), or reduce reps to 7-9 for athletes still developing the skill. For athletes with no HSPU yet, use a box pike with a 30-45 degree torso angle. Power Cleans: Scale to 35/25 kg (approximately 70% of Rx) for athletes still developing barbell cycling mechanics, or 30/20 kg for newer athletes. Reduce reps to 9-10 if the load is appropriate but volume is the limiting factor. Full substitution: Dumbbell Power Cleans at 22.5/15 kg per hand.
Scaling Explanation
Scale if you cannot perform at least 5 unbroken HSPUs strict or 7-8 with a kip — otherwise the gymnastic portion becomes a bottleneck that kills intensity and risks shoulder injury. Scale the barbell if 13 touch-and-go reps at Rx weight takes longer than 90 seconds — the load should feel moderate, not maximal. The goal is to complete 3+ full rounds in 19 minutes while maintaining movement quality throughout. Prioritize technique on HSPUs and cleans over hitting Rx numbers — a sloppy power clean under fatigue is a back injury waiting to happen. If you're unsure, scale the weight and keep the reps; the conditioning stimulus is preserved and you'll get more quality work done.
Intended Stimulus
This is a moderate-to-long time domain grinder targeting sustained aerobic capacity with repeated bouts of gymnastic skill and moderate barbell cycling. Expect 3-5 rounds for competitive athletes, with the workout demanding a hard, sustained effort — not a sprint, but never comfortable. The primary challenge is managing fatigue across three very different movement patterns: monostructural cardio, an inverted pressing skill, and a hip-dominant barbell movement. The adaptation here is building a robust aerobic engine that can support technical movements under accumulated fatigue.
Coach Insight
Pace the row conservatively — aim for a 'conversational' effort that lets you step off and immediately begin HSPUs without a long rest. A common mistake is hammering the row and then standing at the wall gasping. Target a consistent split rather than going out hot. On HSPUs, break early and often — sets of 3-4 are smarter than grinding to failure and taking a 90-second rest. Use a tight kip, stack your hips over your shoulders, and keep your core braced. For power cleans at 50/35 kg, this should be a moderate load — cycle them in touch-and-go sets of 4-5 early on, then singles or doubles as fatigue builds. Keep your hips loaded and avoid early arm pull. Transitions are free time — move with purpose between stations. The biggest mistake athletes make is going too hard on the row in round 1 and watching their HSPU sets collapse by round 2.
Benchmark Notes
Each round is a 27-calorie row, 11 handstand push-ups and 13 power cleans at 50/35 kg. L5 (3.7-4.3 rounds) takes about 4:25 a round, with the push-ups in sets of 3-4. Elite athletes hold about 2:15 a round (8.25+ in 19 minutes).
Modality Profile
Three movements across all three modalities: Row (Monostructural), Handstand Push-Up (Gymnastics), Power Clean (Weightlifting). Each modality gets approximately 33% with Weightlifting rounded to 34%.
