Workout Description
For Time and Reps
Tabata Air Squats
20 Snatches (135/95 lb)
Tabata Push-Ups
20 Thrusters (135/95 lb)
Why This Workout Is Very Hard
This workout brutally combines Tabata fatigue with heavy barbell cycling. Air squats pre-fatigue the legs before 20 snatches at 135/95lb — a technically demanding, heavy load. Push-ups then torch the shoulders before 20 thrusters at the same weight, which demand both fried legs AND shoulders simultaneously. The Tabata format (8 rounds, 20s on/10s off) creates significant cumulative fatigue, making the subsequent barbell work extremely challenging for average athletes.

Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): Tabata air squats and push-ups accumulate significant volume, while 20 snatches and 20 thrusters at moderate-heavy loads demand sustained muscular output across multiple muscle groups under fatigue.
- Power (7/10): Snatches are inherently explosive movements requiring hip drive and bar speed. Thrusters also demand powerful hip extension. Power output is critical for efficient barbell cycling at these loads.
- Endurance (6/10): The Tabata intervals combined with heavy barbell cycling create sustained cardiovascular demand. Alternating between bodyweight and loaded movements keeps heart rate elevated throughout the workout.
- Flexibility (6/10): Snatches demand overhead mobility and hip flexibility. Thrusters require thoracic extension and squat depth. Combined with air squats, this workout has notable range of motion requirements throughout.
- Speed (6/10): Tabata format enforces fast cycling on bodyweight movements. Barbell cycling speed on snatches and thrusters under fatigue is critical for completing the workout efficiently within a competitive time frame.
- Strength (5/10): 135/95 lb snatches and thrusters represent moderate-to-heavy loads requiring real strength, especially under fatigue. Not maximal effort, but far beyond pure bodyweight stimulus.

Scaling Options
Weight: Reduce snatches and thrusters to 95/65 lb for intermediate athletes, or 75/55 lb for newer athletes. Prioritize a load you can cycle for sets of 5+ unbroken when fresh. Movement substitution: Replace snatches with power snatches or dumbbell snatches (50/35 lb) if overhead stability or technique is a limiting factor. Replace thrusters with dumbbell thrusters (35/20 lb per hand) if front rack position is compromised. Volume: Reduce barbell reps to 15 snatches and 15 thrusters if the full 20 reps at scaled weight would take more than 5-6 minutes per barbell section. Tabata: Keep the Tabata format as-is — it's only 4 minutes per movement and is accessible for most athletes. If push-ups are a major limiter, perform them from the knees to maintain volume and stimulus.
Scaling Explanation
Scale the barbell weight if you cannot perform at least 5 unbroken snatches or thrusters at the prescribed load when fresh — under fatigue, that number will drop significantly. If your snatch technique breaks down under load (early arm bend, forward crash, missed lockout), drop the weight immediately — a failed snatch in a fatigued state is a recipe for injury. Prioritize technique over load every time. The goal is to keep each barbell section under 5-6 minutes, meaning you should be moving with purpose and only taking short, planned breaks. If you're grinding through singles from rep 5 onward, the weight is too heavy. Athletes newer to Olympic lifting should always default to power variations (power snatch) to reduce complexity and keep intensity high. The intended stimulus is hard conditioning with barbell cycling — not a max-effort strength test.
Intended Stimulus
This workout blends muscular endurance with barbell cycling in a moderate-to-long time domain, targeting roughly 15-25 minutes of sustained effort. The Tabata intervals create localized fatigue in the legs and upper body before demanding barbell proficiency under load — that's the real test. Expect a hard, sustained effort that taxes your aerobic engine while repeatedly challenging your ability to move a moderately heavy barbell with technical precision. The primary challenge is conditioning layered on top of skill — can you snatch and thruster efficiently when your legs and shoulders are already burning?
Coach Insight
The Tabata sections are the setup, not the main event — treat them accordingly. On Tabata Air Squats, aim for consistent reps each round (12-18 per interval) rather than going all-out in round one and dying by round four. Preserve your legs for the thrusters. On Tabata Push-Ups, same principle — steady and controlled, avoid going to failure early. For the 20 Snatches at 135/95 lb, break these into manageable sets from the start: think 5-5-5-5 or 7-7-6. Do NOT go touch-and-go until you're confident in your cycling mechanics — a missed snatch is a massive energy drain. Focus on a strong hip extension and a fast pull under the bar. For the 20 Thrusters, your legs will be cooked — brace hard, use the hip drive aggressively, and lock out overhead before descending. Consider 5-5-5-5 or 8-6-6 depending on how you feel. Common mistakes: going too hard on Tabata rounds and arriving at the barbell gassed, rushing the snatch and muscling it up, and letting the thruster turn into a push press with a squat — keep the front rack tight and drive through the heels.
Benchmark Notes
A Tabata of air squats, 20 snatches at 135/95 lb, a Tabata of push-ups, then 20 thrusters at 135/95 lb. The two Tabatas are a fixed 8 minutes, so the ladder grades the barbell work. 135 lb is about 80% of an average athlete's snatch. L5 (13:45-15 min) singles the snatches. L10 (under 10:20) cycles them in about a minute.
Modality Profile
4 movements total: Air Squat (G) and Push-Up (G) are gymnastics/bodyweight; Snatch (W) and Thruster (W) are weightlifting with external load. 2G and 2W = 50% Gymnastics, 50% Weightlifting, 0% Monostructural.
