Workout Description
6 Rounds for Time
28 Wall Ball Shots (20/14 lb, 10/9 ft)
400 meter Run
2 Clean-and-Jerks (225/155 lb)
Why This Workout Is Very Hard
Six rounds creates brutal cumulative fatigue: 168 wall balls (legs/lungs), 2400m of running, and 12 clean-and-jerks at 225/155lb. The C&J weight is near-maximal for average athletes, and arriving at the barbell with pre-fatigued legs from wall balls and running makes each lift exponentially harder. Multiple limiting factors — leg endurance, cardiovascular capacity, and heavy barbell skill — compound across rounds, pushing this well beyond Hard.

Training Focus
This workout develops the following fitness attributes:
- Endurance (8/10): Six rounds of 400m runs combined with wall balls create sustained cardiovascular demand. The repeated aerobic effort across all rounds makes this a significant endurance test lasting well over 20 minutes.
- Stamina (8/10): 168 total wall ball shots demand substantial muscular endurance in the legs, core, and shoulders. The repeated cycling of moderate-rep sets under fatigue across six rounds taxes muscular stamina heavily.
- Power (8/10): Clean-and-jerks are quintessentially explosive movements requiring full-body power generation. Wall balls also demand hip-driven power each rep. Power output must be maintained across six rounds under cardiovascular fatigue.
- Strength (7/10): Clean-and-jerks at 225/155 lb represent near-heavy loads requiring genuine strength expression. While only 12 total reps, moving this weight under accumulated fatigue elevates the strength demand significantly.
- Flexibility (6/10): Clean-and-jerks require thorough shoulder, hip, and ankle mobility. Wall balls demand deep squat mechanics. The combination of overhead and squat positions creates moderate-to-high flexibility requirements throughout the workout.
- Speed (5/10): Pacing is critical across six rounds. Athletes must manage run pace and wall ball cycling speed strategically, but the heavy clean-and-jerks naturally limit cycling speed and force deliberate, controlled transitions.

Scaling Options
Wall Balls: Reduce to 14/10 lb or lower the target to 9/8 ft. Reduce reps to 20 if volume is overwhelming. Run: Substitute 500m row or 1000m bike erg if running is limited; reduce to 300m run for newer athletes. Clean-and-Jerks: Scale weight to 60-70% of 1RM (roughly 135-185 lb for men, 95-115 lb for women). Athletes newer to the movement can substitute dumbbell hang clean-and-jerks (50-70/35-50 lb) or power clean-and-jerks to reduce technical demand. Reduce to 1 clean-and-jerk per round if 2 reps at scaled weight still feels like a true max effort. Rounds: Scale to 4 rounds for athletes newer to this volume or those with a 1RM near the Rx weight.
Scaling Explanation
Scale the clean-and-jerk if your 1RM is under 275/190 lb — Rx weight should feel like a heavy but makeable lift when fresh, not a true max. If you've missed clean-and-jerks in a workout before due to fatigue, drop the load. Scale wall ball weight or reps if you cannot complete at least 14 unbroken when fresh. The goal is to keep moving with purpose through all 6 rounds — if you're grinding to a halt on the barbell or taking 3+ minutes on wall balls, the stimulus is lost. Prioritize technique on the barbell above all else; a missed lift or a back injury ends your workout and your week. Target completion time is 35-50 minutes. If you're projected to go over 55 minutes, reduce rounds to 4 or cut wall balls to 20.
Intended Stimulus
This is a long-duration grind lasting 35-55 minutes for most athletes. The workout blends high-rep cyclical conditioning with heavy barbell cycling, creating a sustained aerobic demand punctuated by short bursts of maximal strength output. The primary challenge is mental and metabolic — managing fatigue across 6 rounds while keeping the clean-and-jerks technically sound when your legs and lungs are already taxed from wall balls and running. Think of it as a test of your aerobic engine's ability to recover quickly enough to lift heavy.
Coach Insight
Pace the wall balls from round one — do NOT go unbroken early. A 14-7-7 or 10-9-9 split keeps your heart rate manageable heading into the run. Use the 400m run as active recovery, not a sprint — settle into a controlled, conversational pace that lets your breathing normalize before the barbell. The clean-and-jerks at 225/155 are the anchor of this workout. Treat each rep as a heavy single — reset your feet, take a breath, and execute with full intent. The most common mistake is rushing the barbell after the run while still breathing hard, which leads to sloppy technique and missed lifts. Chalk up, take 3-5 deep breaths, then pull. Avoid the temptation to push the run in rounds 1-3; you will pay for it on the barbell. Transitions from wall balls to the run should be smooth and immediate — don't stand around.
Benchmark Notes
Six rounds of 28 wall balls, a 400 m run and 2 clean-and-jerks at 225/155 lb. The clean-and-jerks are near an average athlete's max. L5 (24:15-27 min) takes about 4:25 a round with a miss or two. L10 (under 15:45) holds about 2:30 a round.
