Workout Description
AMRAP in 20 minutes (with a Partner)
31 Synchro Plate Ground-to-Overheads (15/10 kg)
1 minute Rest
22 Synchro Burpees
Wear a Weight Vest (9/6 kg)
Why This Workout Is Hard
The weight vest transforms otherwise manageable movements into a sustained cardiovascular and muscular challenge. Synchro requirements add coordination demands and partner dependency, while 31 reps of ground-to-overhead with a vest creates significant shoulder and hip fatigue. The 20-minute AMRAP with only 1 minute rest per round means continuous accumulation of fatigue. Light loads become moderate under a vest across repeated rounds.
Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High-rep synchro burpees and plate ground-to-overheads accumulate significant volume over 20 minutes. Muscular endurance in shoulders, hips, and legs is continuously taxed across multiple rounds.
- Endurance (7/10): A 20-minute partner AMRAP with only 1-minute rest per round creates sustained cardiovascular demand. The weight vest elevates heart rate throughout, making aerobic capacity a primary limiter.
- Speed (6/10): Synchro requirements demand coordinated partner pacing, and efficient cycling of both movements is critical to maximizing rounds. Transitions and rep rhythm directly impact score in this AMRAP format.
- Power (5/10): Ground-to-overhead movements reward explosive hip drive, and burpees require repeated explosive hip extension. However, the high volume and vest load shift emphasis toward sustained output over pure power.
- Flexibility (4/10): Ground-to-overhead requires hip hinge, squat depth, and overhead shoulder mobility. Burpees demand thoracic extension and hip flexor flexibility, creating moderate but not extreme mobility requirements.
- Strength (3/10): Light plates (15/10 kg) and bodyweight burpees with a moderate vest offer minimal maximal strength demand. The load is a stamina tool rather than a true strength stimulus.
Scaling Options
Weight vest: reduce to 5/3 kg or remove entirely for newer athletes or those with shoulder/back limitations. Plate G2O weight: scale to 10/5 kg if the Rx load compromises form or slows reps significantly. Movement substitution for G2O: use a dumbbell ground-to-overhead or a kettlebell deadlift-to-press if a plate is awkward. For burpees, remove the jump and clap (step-back burpees) to reduce impact and intensity for athletes with joint issues. Volume modification: reduce G2O reps to 21 and burpees to 15 per round to maintain a similar work-to-rest ratio. If no partner is available, perform solo with a 10-second rest between each synchronized movement set to simulate the coordination demand.
Scaling Explanation
Scale the vest or load if an athlete cannot complete the first round of G2O in no more than 2 sets with good form — a rounded back or pressing failure under the vest is a red flag. Remove the vest entirely for athletes newer than 12 months of consistent CrossFit or those with active shoulder or lumbar issues. The goal is to keep moving through each movement block with brief, planned breaks rather than forced stops. Prioritize technique over load: a clean ground-to-overhead with a lighter plate is far more valuable than a sloppy rep under Rx weight. Athletes should be completing at least 4-5 full rounds in 20 minutes to hit the intended stimulus — if they're grinding through 2-3, reduce load or reps. Intensity is the priority here, not the number on the plate.
Intended Stimulus
This is a long-domain grind lasting the full 20 minutes, demanding a sustained hard effort from both partners throughout. The weight vest and synchronized movements create a relentless conditioning stimulus that taxes the cardiovascular system, posterior chain, and shoulders simultaneously. The built-in 1-minute rest between movements is a strategic recovery window — not a full break — designed to let you push harder on each movement than you otherwise could. Primary challenge is mental and conditioning-based: staying coordinated with your partner under fatigue while managing the added load of the vest. Expect this to feel like a long, heavy engine test.
Coach Insight
Communication with your partner is your most important tool here. Establish a rhythm on the synchro plate ground-to-overheads early — both athletes should lock in the same cadence from rep one. For the G2O, use a deadlift-to-press or a clean-and-press pattern depending on your strength; avoid muscling the plate overhead with a stiff back. Keep your core braced tight against the vest — it will want to pull you forward. On synchro burpees, agree on a count cadence ('down-2-3-up-jump') so you stay in sync without burning extra energy watching each other. Pacing strategy: treat the first 3-4 rounds conservatively — the vest will compound fatigue fast. Aim for unbroken sets on G2O in early rounds (sets of 10-8-8-5 if needed later), and steady unbroken synchro burpees throughout. Use the 1-minute rest intentionally — shake out your arms, breathe deeply, and mentally reset. Common mistakes: going out too hot in round 1, losing sync and wasting reps, and letting the vest pull your chest down during burpees causing sloppy hip extension.
Benchmark Notes
A 20-minute partner AMRAP of 31 synchro plate ground-to-overheads at 15/10 kg, a 1-minute rest and 22 synchro burpees, wearing a 9/6 kg vest. The rest is a fixed minute every round, so even elite pairs take about 3 minutes a round. L5 (5-5.5 rounds) takes about 3:50 a round. Elite pairs hold about 2:55 (6.75+).
Modality Profile
Two movements: Burpee is Gymnastics (bodyweight), Ground-to-Overhead is Weightlifting (external load). 50/50 split.
