Metabolic Conditioning:Part 1 40-30-20 hand release push ups 400 M run Part 2 10 Alt DB Power Snatch 10 box jump overs 4 RFT SCORE is time of part 2 . Key is you have to get through Part 1 to get there.
Why This Workout Is Hard
The sequencing drives this rating. Power snatch 5x5 creates neural and shoulder fatigue before the metcon even starts. Part 1's 90 hand-release push-ups plus 1200m of running significantly taxes the chest, shoulders, and lungs — and athletes must complete it before their scored effort. Part 2's DB snatches then hit already-fatigued shoulders, while box jump overs compound leg fatigue from running. Movement interference and cumulative fatigue push this well past medium.
Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): Ninety total hand release push-ups (40-30-20), plus 40 DB snatches and 40 box jump overs across 4 rounds, demand significant muscular endurance in the upper body, posterior chain, and legs.
- Power (8/10): Power snatch, DB power snatch, and box jump overs are all explosive hip-extension-driven movements. The entire session from strength to metcon is built around expressing and sustaining power output.
- Endurance (6/10): Three 400m runs in Part 1 plus sustained metcon work create meaningful cardiovascular demand. Not pure cardio, but athletes must manage aerobic output across both workout parts to stay competitive.
- Flexibility (6/10): Barbell power snatch requires solid hip, thoracic, and overhead mobility. Warm-up spiderman crawls and inchworms directly address this. Box jump overs and HRPU add moderate range-of-motion demands.
- Speed (6/10): Part 2 is scored for time after a fatiguing Part 1, rewarding athletes who cycle DB snatches and box jump overs efficiently. Fast transitions and smooth reps under fatigue are critical to a competitive score.
- Strength (5/10): Barbell power snatch 5x5 at challenging touch-and-go loads provides the primary strength stimulus. DB snatches in the metcon are lighter. Moderate overall strength demand with a technical emphasis.
