Workout Description

4RFT:200 meter row10 Burpee sandbag OTS500 meter AA100 meter sandbag front carry Rest :60

Why This Workout Is Hard

Four grueling cardio modalities compound fatigue across each round: the 200m row primes the lungs, 10 burpee sandbag OTS hammers the full body and posterior chain, then a 500m Assault Bike (a notoriously brutal machine) hits already-depleted legs and lungs, followed by a loaded carry taxing grip and core. The 60s rest provides partial recovery but not full reset. Four rounds of this accumulates serious systemic fatigue without requiring high-skill movements.

Training Focus

This workout develops the following fitness attributes:

  • Endurance (7/10): Four rounds of 200m row plus 500m assault bike creates substantial cardiovascular demand. Built-in rest moderates intensity, but cumulative aerobic output across rounds is high and sustained.
  • Stamina (7/10): Forty total burpee sandbag OTS reps combined with loaded carries and two cardio modalities per round challenges muscular endurance significantly throughout the entire workout duration.
  • Strength (5/10): Sandbag OTS and 100m front carry impose meaningful loaded demands on posterior chain, shoulders, and core. Not maximal strength work, but clearly above bodyweight-only efforts.
  • Power (5/10): Burpee sandbag over-the-shoulder has a clear explosive component to elevate and project the bag. High rep volume and conditioning fatigue reduce pure power expression over rounds.
  • Speed (4/10): For Time format incentivizes pushing pace, but the built-in 60-second rest and heavy loaded movements naturally regulate output. Pacing the bike and row is strategic rather than all-out sprinting.
  • Flexibility (3/10): Burpee sandbag OTS requires hip hinge and shoulder mobility. Front carry demands thoracic extension under load. Functional range of motion needed but nothing extreme or gymnastic.

Modality Profile

4 movements total: Row (M), Burpee Over Sandbag (G - bodyweight burpee movement), Air Bike (M), Sandbag Front Carry (W - external load). G: 1/4 = 25% → 30%, M: 2/4 = 50%, W: 1/4 = 25% → 20%, adjusted to sum to 100%.
