Death By:Prison break burpeeBurpee + 3 push-ups at bottom and box jump over at topEvery athlete will work for 12 minutes. You will attempt as many rounds as you can of PBB, when you don’t complete a round, take the reps complete in the failed round and then AMRAP box step overs until the 12 minute mark. Score = rounds (PBB) + reps (PBB failed round+box step overs)I.e. completed 8 rounds, on minute 9 I got 6 reps in, then got 67 box step overs. My score is 8+73
Why This Workout Is Hard
The Prison Break Burpee stacks 3 extra push-ups onto an already demanding movement, making each rep far more taxing than a standard burpee. The Death By format starts generous but deteriorates rapidly — by rounds 7–9 where average athletes fail, push-up volume per minute becomes crushing (21–27 push-ups in 60 seconds). Chest and shoulder fatigue compound with cardiovascular demand simultaneously, creating multiple limiting factors. The box step over salvage keeps it from Very Hard, but the cumulative push-up load makes this solidly Hard.
Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): Repeated burpees, multiple push-ups per rep, and high-volume box jumps followed by AMRAP step overs create enormous cumulative muscular fatigue across upper body, hips, and legs throughout the full 12 minutes.
- Endurance (8/10): A 12-minute escalating effort with near-continuous movement creates sustained cardiovascular stress. The Death By format progressively taxes the aerobic system as rounds accumulate and intensity inevitably rises.
- Speed (7/10): The Death By EMOM format demands increasingly fast cycling as each minute adds a rep. Efficient transitions between push-ups, burpee pop-up, and box jump are critical to surviving later rounds before the AMRAP cutover.
- Power (6/10): Box jump overs demand repeated explosive hip extension, and transitioning from the push-up bottom position to a powerful jump requires neuromuscular activation. Repeated power output under fatigue is a meaningful stimulus here.
- Flexibility (3/10): Basic hip, ankle, and thoracic mobility required for burpee depth and box jump landing mechanics. Slightly elevated over pure basics due to the repeated full-body range of motion demands each rep.
- Strength (2/10): Entirely bodyweight-based with no external loading. Push-ups and burpees require relative strength endurance rather than maximal force production; box jumps add minimal strength demand.
