Workout Description

Warm Up SOP plus:3 x10 banded lat raises 10 banded victory ( band attached to bar) 10 banded tricep extensions ( press) Strength /Skill:5x 10 DB Bulgarian Split squats 5 each legMetabolic Conditioning :every 2 mins until failure 8 burpees 4 DB Snatches 50/35Add 4 DB Snatches each round until failure stop if you complete round of 28 of Snatches

Why This Workout Is Hard

The metabolic conditioning creates a brutal combination: EMOM format forces a fixed pace while rep volume escalates (4→8→12→16→20→24→28 snatches), compounding fatigue. DB snatches demand power and coordination under mounting lactate. The 50/35lb DBs are moderate but the cumulative leg fatigue from Bulgarian split squats (25 total reps per leg) immediately preceding this creates significant interference. Most average athletes will hit failure around round 5-6, making completion challenging without scaling.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (8/10): High rep snatches accumulate significant volume, testing leg and grip endurance. Bulgarian split squats in strength block pre-fatigue legs before metabolic work.
  • Speed (8/10): EMOM structure with 2-minute intervals forces quick movement cycling. Escalating rep schemes demand faster execution as fatigue accumulates. Transitions between burpees and snatches matter.
  • Endurance (7/10): EMOM format with escalating snatches demands sustained cardiovascular output over extended duration. Burpees every 2 minutes maintain aerobic demand until muscular failure occurs.
  • Power (7/10): DB snatches are explosive movements requiring rapid hip extension and arm drive. Burpees add explosive lower body component. Power is essential for efficient cycling.
  • Strength (6/10): Dumbbell loads (50/35) provide moderate resistance. Bulgarian split squats emphasize unilateral leg strength. Snatches require explosive strength but aren't max-effort attempts.
  • Flexibility (3/10): Overhead position in snatches and victory bands require shoulder mobility. Bulgarian split squats demand hip and quad flexibility, but demands remain moderate overall.

Modality Profile

6 movements total: Banded Lateral Raise (W), Banded Pull Apart (W), Banded Tricep Extension (W), Dumbbell Bulgarian Split Squat (W), Burpee (G), Dumbbell Snatch (W). 5 weightlifting movements with external load (bands/dumbbells), 1 gymnastics movement (burpee - bodyweight). Distribution: 1/6 = 17% G, 5/6 = 83% W.
