Why This Workout Is Hard

This workout combines moderate loads (53# KB, light sandbag work) with high volume and significant unilateral/core demands. The EMOM structure (0-25 reps) provides minimal rest, forcing continuous work. Multiple movement patterns (rows, carries, side bends, swings) create cumulative fatigue without recovery windows. The 50m carries and unilateral work demand core stability under fatigue. Average athletes will struggle with pacing and grip endurance, requiring scaling or movement modifications.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (7/10): Moderate rep ranges (10-50 reps per movement) across multiple rounds test muscular endurance. Carries and rowing demand sustained output, though EMOM structure provides partial recovery.
  • Strength (6/10): Moderate loads (53# KB, sandbag) with compound movements like rows and swings build strength. Not maximal effort, but loaded carries and bent-over rows demand significant force production.
  • Flexibility (5/10): Side bends and waiter walks require shoulder mobility and lateral flexibility. Bent-over rows demand hip hinge mobility. Moderate ROM demands without extreme positions.
  • Endurance (4/10): EMOM format with built-in rest between minutes limits sustained cardiovascular demand. Moderate aerobic stimulus from carries and rowing, but recovery periods prevent high cardio intensity.
  • Speed (4/10): EMOM structure enforces steady pacing rather than sprint cycling. Transitions between movements are minimal, but the format doesn't demand rapid movement execution or quick transitions.
  • Power (3/10): KB swings provide explosive element, but most movements are controlled tempo. Carries and rows are strength-focused rather than ballistic. Limited power emphasis overall.
