Why This Workout Is Hard

The scoring mechanic (Part B time minus Part A hold times) incentivizes athletes to push isometric holds to failure, deliberately entering Part B pre-fatigued in grip, shoulders, and legs. Bar hang and overhead hold directly compromise KB swing efficiency across 100 reps at 53/35. Prison break burpees (hands behind head) are significantly harder than standard burpees. The strategic fatigue accumulation and compounding muscle interference across both parts elevate this well beyond medium.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (8/10): Isometric holds in Part A — weighted wall sit, overhead hold, bar hang, and handstand — are pure muscular endurance tests. Part B adds 100 KB swings and 20 burpees, compounding cumulative muscular fatigue significantly.
  • Speed (6/10): Part B is scored for time with small rep sets, strongly incentivizing fast transitions and quick cycling. The scoring mechanic (Part B time minus Part A time) rewards aggressive pacing in the final section.
  • Endurance (5/10): Part B's 20 rounds of KB swings and burpees creates moderate cardiovascular demand. The isometric Part A contributes little aerobic stress, but repeated cycling of explosive movements elevates heart rate meaningfully.
  • Strength (4/10): The 95/55 overhead hold and 45/35 weighted wall sit require meaningful static strength. KB swings at 53/35 add moderate load, but there are no maximal effort lifts, keeping this below mid-range strength demand.
  • Flexibility (4/10): Overhead hold and handstand demand solid shoulder mobility and wrist stability. American KB swings require hip flexor and lat flexibility at the top. Bar hang adds shoulder capsule demand. Above basic but not extreme mobility requirements.
  • Power (4/10): American KB swings are hip-power dependent and the primary power driver. Prison break burpees include an explosive element, but isometric holds dominate Part A, pulling the overall power demand toward moderate.

Movements

Modality Profile

6 total movements split evenly between two modalities. Gymnastics (G): Dead Hang, Handstand Hold, Burpee Over Bar — all bodyweight movements (3/6). Weightlifting (W): Back Squat, Shoulder Press, American Kettlebell Swing — all involve external load (3/6). No monostructural/cyclical cardio movements present.
