Workout Description
5 Rounds for Time
9 Handstand Push-Ups
15 Ring Dips
21 Thrusters (42.5/30 kg)
200 meter Run
Why This Workout Is Very Hard
This workout stacks three upper-body pushing movements back-to-back — HSPU, ring dips, and thrusters — creating brutal shoulder and tricep fatigue before the run offers minimal recovery. Over 5 rounds, that's 45 HSPU, 75 ring dips, and 105 thrusters. The skill demands of HSPU and ring dips under accumulated fatigue will force most average athletes to break constantly, extending time significantly and making RX completion extremely challenging.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): Total volume is enormous: 45 HSPUs, 75 ring dips, 105 thrusters, and 1000m running. Upper body pushing muscles face relentless cumulative fatigue across all five rounds, demanding exceptional muscular endurance.
- Endurance (7/10): Five rounds with 200m runs and high-rep gymnastics/barbell work creates sustained cardiovascular demand. The repeated sprint-like runs combined with upper body fatigue significantly tax the aerobic system throughout.
- Flexibility (6/10): Handstand push-ups require shoulder mobility and overhead positioning, thrusters demand thoracic extension and hip flexibility, and ring dips need shoulder stability through full range. Above-average mobility is necessary throughout.
- Power (6/10): Thrusters are inherently explosive hip-to-overhead movements, and handstand push-ups require powerful pressing. However, accumulated fatigue across five rounds progressively reduces the ability to express true power output.
- Speed (6/10): For-time format incentivizes fast cycling through movements and quick transitions. Efficient bar cycling on thrusters and minimizing rest on gymnastics movements are critical to competitive performance in this workout.
- Strength (5/10): Thrusters at 42.5/30kg require meaningful strength, and handstand push-ups demand significant pressing strength. However, the high rep scheme shifts emphasis toward endurance rather than maximal force production.

Scaling Options
Upper body pushing volume is the primary scaling target here. For HSPUs: scale to pike push-ups on a box (feet elevated), strict dumbbell press, or reduce to 5-6 reps per round. For ring dips: scale to banded ring dips, bar dips, or box dips — reduce to 10 reps if volume is too high. For thrusters: reduce weight to 30/20 kg or use dumbbells at a comfortable load; reduce reps to 15 per round if needed. Volume scaling: consider 3-4 rounds instead of 5 if the athlete is newer or has limited upper body capacity. Run can be reduced to 100m or substituted with a 250m row if running is a limitation. A good scaled version for intermediate athletes: 5 rounds of 5 pike push-ups, 10 banded ring dips, 15 thrusters at 30/20 kg, 200m run.
Scaling Explanation
Scale this workout if you cannot perform at least 5 unbroken strict HSPUs or 8 unbroken ring dips — attempting Rx volume with insufficient capacity will turn this into a 50+ minute grind that loses all intended stimulus and risks shoulder injury. Prioritize movement quality over Rx weight every time: a thruster with a good squat and clean press at 30 kg is far more valuable than a grinding, ugly rep at 42.5 kg. The target time window is 25-40 minutes — if your estimated time exceeds 45 minutes, reduce rounds to 3-4 or cut reps. Athletes should finish each round feeling challenged but not completely broken; if you're resting more than 2-3 minutes between movements, the load or volume is too high. Intensity within your capacity is always the goal.
Intended Stimulus
This is a moderate-to-long grind lasting 25-40 minutes for most athletes. The combination of three upper-body pushing movements — handstand push-ups, ring dips, and thrusters — stacked across 5 rounds creates a brutal cumulative fatigue effect on the shoulders and triceps. The 200m run acts as active recovery but also keeps the heart rate elevated. The primary challenge is muscular endurance and mental toughness: your shoulders will be screaming by round 3, and the ability to keep moving through that discomfort is the real test. This is a sustained hard effort — not a sprint, not a slow grind — think 'controlled suffering' from start to finish.
Coach Insight
The biggest mistake athletes make here is going too hard on the handstand push-ups and ring dips in rounds 1 and 2, then hitting a wall on round 3. Treat rounds 1-2 as conservative, rounds 3-4 as your working pace, and leave everything on the floor in round 5. For HSPUs, break early — sets of 5-4 or 3-3-3 from the start rather than going to failure. For ring dips, keep your rings turned out at the top and control the descent; sloppy dips waste energy and risk shoulder injury. Thrusters at 42.5/30 kg should be manageable but not easy — aim for sets of 7-7-7 or 11-10 in early rounds, and accept singles or doubles late if needed. Drive through your heels on the squat and use your hip drive to launch the bar overhead — don't press it out. Use the 200m run to shake out your arms, control your breathing, and mentally reset before the next round. Transitions should be deliberate but not slow — walk to the bar with purpose.
Benchmark Notes
Five rounds of 9 handstand push-ups, 15 ring dips, 21 thrusters at 42.5/30 kg and a 200 m run. The pushing volume is the limiter. L5 (20-23 min) breaks the dips and thrusters into two or three sets. L10 (under 11 min) holds about 2:10 a round.
Modality Profile
4 movements total: Handstand Push-Up (G), Ring Dip (G), Thruster (W), Run (M). 2 Gymnastics movements = 50%, 1 Monostructural = 25%, 1 Weightlifting = 25%.
