Workout Description
5 Rounds for Time (with a Partner)
400 meter Sandbag Carry (150/100 lb)
30 Burpees
30 Plate Ground-to-Overheads (45/35 lb)
30 Overhead Dumbbell Walking Lunges (50/35 lb)
Why This Workout Is Very Hard
Despite being a partner workout (halving individual volume), this is still brutal. Five rounds of a 400m sandbag carry at 150/100 lbs creates cumulative grip and postural fatigue before hitting 30 burpees, 30 plate G2OH, and 30 overhead lunges — all shoulder-dominant movements that compound exhaustion. The sandbag carry alone is a significant limiting factor, and the overhead volume across rounds 3-5 will be severely compromised by accumulated fatigue.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): 150 burpees, 150 plate ground-to-overheads, and 150 overhead lunges across five rounds demands exceptional muscular endurance in the shoulders, legs, and core under cumulative fatigue.
- Endurance (8/10): Five rounds of 400m sandbag carries combined with high-rep burpees and loaded movements creates sustained cardiovascular demand over a long duration, heavily taxing aerobic capacity throughout the workout.
- Strength (6/10): The 150/100 lb sandbag carry and 50/35 lb overhead lunges impose meaningful load on the posterior chain and shoulders, requiring moderate-to-significant strength to sustain across all five rounds.
- Flexibility (5/10): Overhead lockout for plate ground-to-overheads and dumbbell lunges requires shoulder mobility and hip flexibility, while the sandbag carry demands thoracic stability and adequate hip extension range.
- Power (4/10): Plate ground-to-overheads involve a hip-driven explosive component, but the high rep count and fatigue context shift the stimulus away from true peak power toward sustained moderate explosiveness.
- Speed (4/10): Timed format encourages efficient transitions and steady pacing, but the heavy loads and partner structure naturally moderate cycling speed, making pacing strategy more important than raw movement speed.

Scaling Options
Sandbag weight: reduce to 100/70 lb or use a lighter odd object like a D-ball or loaded barbell in a bear hug. Burpees: reduce to 20 per round or sub step-back burpees to protect the lower back under fatigue. Plate ground-to-overheads: reduce to 35/25 lb or sub dumbbell hang power cleans if plates are awkward. Overhead dumbbell lunges: reduce to 35/20 lb or sub goblet carry lunges (dumbbell at chest) to remove overhead demand. Volume: reduce to 3-4 rounds or cut reps to 20 per movement. For athletes with shoulder limitations, sub the overhead lunges with a farmer carry lunge or front rack barbell lunge.
Scaling Explanation
Scale if you cannot carry the sandbag for at least 100m unbroken, cannot perform 10+ burpees at a steady pace, or if overhead stability is compromised under load — a dumped dumbbell or collapsing lumbar in the lunge is a red flag to drop weight immediately. Prioritize technique over load on every movement, especially the overhead lunge where a fatigued shoulder and a heavy dumbbell is an injury waiting to happen. The goal is to finish in under 60 minutes as a team while keeping movement quality intact throughout all 5 rounds. If you're still moving well and communicating at round 4, you scaled appropriately. If you're grinding to a halt by round 2, reduce load or volume for the remaining rounds — there is no shame in adjusting mid-workout to preserve the training effect.
Intended Stimulus
This is a long-duration grind — expect 45 to 75+ minutes of sustained effort with a partner. The stimulus is a true test of muscular endurance, mental toughness, and teamwork under accumulated fatigue. The sandbag carry sets a heavy, awkward tone each round, and the volume of burpees, plate ground-to-overheads, and overhead lunges demands a relentless, steady engine rather than any sprint capacity. Think of this as a long, hard slog where pacing and communication with your partner are everything. The primary challenge is mental — staying composed and moving consistently when your legs and shoulders are screaming to stop.
Coach Insight
Split the sandbag carry however works best — 200m each, 100m alternating, or one person carries while the other walks alongside and swaps on fatigue. Do NOT red-line on the carry; you need your legs for lunges. For burpees, set a sustainable pace from round one — 15/15 split or alternating every 5 reps keeps both athletes moving. Plate ground-to-overheads should be split evenly; use a clean-and-press or snatch depending on skill — keep the core tight and avoid hyperextending at lockout. Overhead dumbbell lunges are the sneaky killer — shoulders will be pre-fatigued, so break these into sets of 5-10 and keep the torso upright with the dumbbell stacked directly over the shoulder. Common mistakes: going out too hot on round one, letting the sandbag carry become a rest, and failing to communicate rep splits with your partner. Establish a plan before the clock starts and stick to it through round three at minimum.
Benchmark Notes
The primary limiters are the 150 lb sandbag carry (requiring partner relay strategy across 400m x5 rounds), burpee volume under cumulative fatigue, and overhead dumbbell lunges with a loaded shoulder. L5 (~80 min) reflects a competent pair managing the sandbag in 2-3 minute relay chunks per round, breaking burpees 10-10-10, and cycling plate G2OH and lunges in manageable sets with transitions.
Modality Profile
4 movements total: Burpee (G), Sandbag Carry (W), Ground-to-Overhead (W), Dumbbell Overhead Walking Lunge (W). That's 1 Gymnastics and 3 Weightlifting movements. 1/4 = 25% G, 3/4 = 75% W, 0% M.
