Workout Description
5 Rounds for Time
5 Squat Clean-and-Jerks (155/105 lb)
10 Box Jumps (24/20 in)
15 Pull-Ups
500 meter Row
Why This Workout Is Very Hard
Five rounds of squat clean-and-jerks at 155/105 lb is already demanding — a technical, full-body movement under load. Stacking 10 box jumps (leg fatigue compounds), 15 pull-ups (grip and lat interference from the cleans), and a 500m row creates four consecutive limiting factors with no recovery. Estimated 30-45 minutes for average athletes. The cumulative leg, grip, and cardiovascular fatigue across all five rounds pushes this firmly into Very Hard territory.

Training Focus
This workout develops the following fitness attributes:
- Stamina (8/10): High cumulative volume across 5 rounds — 25 heavy cleans, 50 box jumps, 75 pull-ups, and 2500m rowing — taxes muscular endurance in legs, back, and upper body simultaneously.
- Endurance (7/10): Five rounds with 500m rows and continuous movement create significant cardiovascular demand. The rowing alone accumulates 2500 meters, sustaining elevated heart rate throughout the workout's duration.
- Power (7/10): Squat clean-and-jerks and box jumps are inherently explosive movements requiring rapid force production. Power output must be maintained across 5 rounds under accumulated fatigue.
- Strength (6/10): Squat clean-and-jerks at 155/105 lb represent a moderate-to-heavy load requiring significant strength in the posterior chain, legs, and shoulders across 25 total reps.
- Flexibility (6/10): Squat cleans demand thorough hip, ankle, and thoracic mobility to hit the bottom position. The overhead jerk also requires shoulder and lat flexibility for a stable lockout.
- Speed (5/10): For-time format incentivizes efficient transitions and cycling, but heavy barbell loads and fatigue from rowing naturally moderate pace. Strategic rest management is key rather than pure sprinting.

Scaling Options
Weight: Reduce the squat clean-and-jerk to 115/75 lb for intermediate athletes or 95/65 lb for newer athletes. If the squat clean is a limiting factor technically, substitute a power clean-and-jerk or a dumbbell clean-and-jerk at 50/35 lb per hand. Box Jumps: Scale to 20/16 in, or substitute step-ups at the same height to reduce impact and fatigue. Pull-Ups: Sub banded pull-ups, ring rows, or jumping pull-ups. If doing banded, use a band that allows sets of 5-8 unbroken. Row: Keep the 500m row as written if possible — it is a great equalizer. If no rower is available, substitute 400m run or 1,000m bike erg. Volume: Reduce to 3-4 rounds if the athlete is newer or if the time cap would be exceeded significantly.
Scaling Explanation
Scale the squat clean-and-jerk if you cannot perform at least 3 technically sound reps at the prescribed weight when fresh — under fatigue, technique will only deteriorate further, and this movement carries real injury risk when form breaks down. Scale pull-ups if you cannot do at least 5 strict pull-ups, as kipping under fatigue without that base strength is a shoulder injury waiting to happen. The goal is to finish all 5 rounds within a 40-minute time cap while maintaining movement quality throughout. Intensity matters, but not at the expense of a safe squat clean or a blown shoulder on pull-ups. Prioritize technique on the barbell above all else — scale the load aggressively if needed and keep the stimulus alive by moving consistently rather than grinding through ugly reps with long rest periods.
Intended Stimulus
This is a moderate-to-long effort workout targeting 25-40 minutes for most athletes. The combination of a heavy barbell movement, explosive jumps, gymnastics, and a cardio piece creates a full-body conditioning test that demands sustained output across all energy systems. The primary challenge is managing fatigue on the squat clean-and-jerk — a technically demanding movement that becomes increasingly difficult as the row and pull-ups accumulate. Expect this to feel like a hard, grinding effort that tests your ability to stay composed under load when your heart rate is elevated.
Coach Insight
The squat clean-and-jerk is the anchor of this workout — treat it with respect every round. Aim for singles or controlled doubles from the start; do not try to cycle touch-and-go reps unless the weight feels very light for you. Reset your feet, take a breath, and execute each rep with intention. On box jumps, step down every rep to protect your Achilles and conserve energy — this is not the place to rebound. Pull-ups should be broken into manageable sets early: think 8-7 or 5-5-5 rather than going to failure in round one. The 500m row is your recovery and reset — aim for a consistent, moderate pace around 2:00-2:10 per 500m rather than sprinting, as you have four more rounds to survive. The biggest mistake athletes make is going out too hot on the row in round one and then dying on the barbell in rounds three through five. Transitions should be smooth but not rushed — take 10-15 seconds to breathe before picking up the barbell each round.
Benchmark Notes
Five rounds of 5 squat clean-and-jerks at 155/105 lb, 10 box jumps, 15 pull-ups and a 500 m row. L5 (24:30-30 min) is about 5:15 a round with the clean-and-jerks as singles. L10 (under 13:30) holds about 2:40 a round.
