Workout Description
For Time (with a Partner)
Part A:
1 mile Run
30 Clean-and-Jerks (135/95 lb)
30 Bar Muscle-Ups
Part B:
100 calorie Air Bike
30 Burpees
9 Rope Climbs
Why This Workout Is Very Hard
Even split between partners, this workout demands elite skills (bar muscle-ups, rope climbs) combined with heavy barbell cycling (135/95 C&J) and brutal cardio (1-mile run, 100-cal bike). The two-part structure prevents recovery between sections. Bar muscle-ups after a mile run and 30 C&Js is a massive grip and shoulder demand, and rope climbs after 100 bike calories and burpees compounds fatigue severely. Most average athletes will need to scale multiple elements.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): High-rep clean-and-jerks, bar muscle-ups, burpees, and rope climbs accumulate substantial muscular fatigue. The partner format allows brief recovery but total volume still demands exceptional muscular endurance across multiple movement patterns.
- Endurance (8/10): The 1-mile run, 100-calorie Air Bike, and sustained partner effort create significant cardiovascular demand across both parts, requiring aerobic capacity to maintain output throughout the lengthy workout.
- Power (7/10): Clean-and-jerks are inherently explosive Olympic movements. Bar muscle-ups require a powerful kip and hip drive. Both movements reward athletes who can generate and sustain explosive output under fatigue.
- Strength (6/10): Clean-and-jerks at 135/95 lb represent a moderate load requiring real strength, and rope climbs demand upper body pulling strength. Not maximal effort, but strength is a meaningful limiting factor.
- Speed (6/10): For-time format incentivizes fast transitions and efficient cycling, especially on burpees and bar muscle-ups. Partner pacing adds strategy, but sustained speed on the bike and run also plays a meaningful role.
- Flexibility (5/10): Clean-and-jerks require shoulder overhead mobility and hip flexibility. Bar muscle-ups demand lat and shoulder range of motion. Rope climbs need hip flexor engagement. Moderate but consistent mobility demands throughout.

Scaling Options
Clean-and-Jerks: reduce to 95/65 lb for intermediate athletes or 75/55 lb for newer athletes. Bar Muscle-Ups: substitute chest-to-bar pull-ups, jumping bar muscle-ups, or banded bar muscle-ups. For athletes with no kipping pull-ups, use 30 ring rows or 30 pull-ups with a band. Air Bike: keep calories the same (100 cal) but allow more frequent partner switches (every 5 cal). Burpees: reduce to 20 if the overall time is projected to exceed 55 minutes. Rope Climbs: substitute 18 strict pull-ups or 27 ring rows per rope climb scaled, or use 15-foot rope climbs with a foot lock for athletes still developing the skill. Volume modification: reduce clean-and-jerks to 20 reps and bar muscle-ups to 15 reps for athletes newer to partner workouts or with limited gymnastics capacity.
Scaling Explanation
Scale if you cannot perform at least 5 unbroken bar muscle-ups when fresh, cannot clean-and-jerk the Rx weight for 5 reps with solid mechanics, or if your projected finish time exceeds 55 minutes. Prioritize technique over load on the clean-and-jerk — a sloppy jerk under fatigue is a shoulder or back injury waiting to happen. Rope climbs should only be done Rx if the athlete has a reliable foot lock and can complete 3+ climbs unbroken when fresh. The goal is to keep both partners moving and engaged throughout — if one partner is standing idle for long stretches because the other is struggling, the stimulus is lost. Target completion time is 30-45 minutes for competitive athletes and 40-55 minutes for intermediate pairs.
Intended Stimulus
This is a long-duration partner grind targeting the 30-50 minute time domain. Expect a sustained, hard aerobic effort with repeated bouts of high-skill and high-load movements. The two-part structure creates natural rest and pacing checkpoints, but the cumulative volume is significant — this is a test of shared work capacity, movement efficiency under fatigue, and mental toughness. The primary challenges are the gymnastics skills (bar muscle-ups and rope climbs) and the barbell cycling under load, layered on top of a mile run and a brutal air bike buy-in. Energy demand is a long, hard sustained engine with spikes of short burst power on the barbell and gymnastics.
Coach Insight
Split the work strategically from the start. The mile run is best done together to set the tone — don't go out too hot. For the 30 clean-and-jerks, divide into sets of 3-5 reps each, alternating with your partner. Avoid touch-and-go cycling if the weight is challenging — reset each rep to protect your lower back under fatigue. On bar muscle-ups, singles or small sets of 2-3 are smart; this is not the place to go to failure and miss reps. For Part B, the air bike is the great equalizer — split it 10 calories at a time, alternating, and push hard on your turns since your partner is resting. Burpees can be done simultaneously to save time. Rope climbs should be split 5-4 or 3-3-3 — use your legs efficiently and avoid pulling with arms only when fatigued. Common mistakes: going too fast on the run and dying on the clean-and-jerks, doing large sets on bar muscle-ups and burning out, and underestimating the air bike after all that prior work.
Benchmark Notes
Partner workout, shared: a mile run, 30 clean-and-jerks at 135/95 lb and 30 bar muscle-ups, then a 100-calorie air bike, 30 burpees and 9 rope climbs. L5 (24:15-27:45) splits the mile into two 800s and the muscle-ups into sets of 2-3. An elite team (under 14:30) trades big sets and bikes near 30 calories a minute.
