Workout Description
For Time
33 Back Squats (225/155 lb)
15 Burpees
33 Deadlifts (225/155 lb)
15 Burpees
33 Kettlebell Swings (70/53 lb)
15 Burpees
Why This Workout Is Very Hard
This workout stacks three major lower-body movements (back squat, deadlift, KB swing) at heavy loads with 33 reps each — far more volume than typical benchmark workouts. The 225lb back squats fresh are brutal, but 33 deadlifts at the same load after fatigued legs and 15 burpees is the real killer. Grip, lungs, and legs all fail simultaneously. Most average athletes will need significant scaling to finish under 30 minutes.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): High-volume muscular endurance is the primary demand: 33 reps each of squats, deadlifts, and KB swings at moderate-heavy loads will severely tax posterior chain and grip stamina across all three movements.
- Endurance (7/10): The combination of 99 barbell/KB reps plus 45 burpees creates sustained cardiovascular demand. For-time format pushes athletes to maintain elevated heart rate throughout, making aerobic capacity a significant limiter.
- Strength (6/10): 225/155 lb back squats and deadlifts represent moderate-to-heavy loads for most athletes. Strength is a real factor, especially in early sets, but the rep volume shifts the stimulus toward endurance rather than maximal force.
- Speed (6/10): For-time format incentivizes fast transitions and efficient cycling. Burpee sets between each barbell movement reward athletes who can move quickly and minimize rest, making pacing and transition speed meaningful performance factors.
- Power (5/10): Kettlebell swings are inherently explosive hip-hinge movements, and burpees require some power to cycle efficiently. However, the high-rep squats and deadlifts are more of a strength-endurance grind than a power stimulus.
- Flexibility (4/10): Back squats require adequate hip and ankle mobility; deadlifts demand hamstring flexibility; KB swings need hip hinge proficiency. More mobility demand than basic bodyweight work, but no extreme ranges required.

Scaling Options
Weight: Scale back squats to 155/105 lb or 135/95 lb depending on strength level. Scale deadlifts to the same load as squats for simplicity. Scale kettlebell swings to 53/35 lb. Volume: Reduce reps to 21 across all three barbell/KB movements (21-15-21-15-21-15) or drop burpees to 10 per round. Movement substitutions: Replace back squats with goblet squats (lighter KB) for athletes with mobility or load limitations. Replace deadlifts with Romanian deadlifts at reduced weight for those with lower back concerns. Replace full burpees with burpee step-ups or no-push-up burpees for athletes with shoulder issues or those newer to the movement. For beginners, consider reducing to 2 rounds total.
Scaling Explanation
Scale the weight if you cannot perform at least 10 unbroken back squats at the prescribed load with solid depth and a neutral spine — this is a volume workout, not a max-effort day, and form breakdown under fatigue is a real injury risk. Scale volume if your estimated finish time exceeds 35 minutes; the stimulus is meant to be a sustained hard effort, not an endurance slog. Prioritize technique over load every time here — the combination of heavy squats, deadlifts, and swings in sequence creates significant spinal loading, and fatigue-induced rounding is dangerous. Athletes newer to CrossFit or those returning from a break should scale both weight and reps. The goal is to finish feeling like you left everything on the floor — not broken. Target time: 18-28 minutes for most scaled athletes, under 20 minutes for competitive athletes.
Intended Stimulus
This is a moderate-to-long time domain grind, targeting roughly 18-30 minutes for most athletes. The stimulus is a sustained, high-output effort that taxes both muscular endurance and the cardiovascular system simultaneously. With 99 heavy barbell and kettlebell reps broken up by burpee clusters, the primary challenge is mental toughness and pacing discipline — the workout will feel manageable early and punishing late. Expect significant posterior chain fatigue accumulating across all three movements, with the burpees serving as active recovery that never quite lets you recover. This builds grit, work capacity under load, and the ability to keep moving when your legs and lungs are screaming.
Coach Insight
The biggest mistake athletes make here is going out too hot on the back squats. 33 reps at 225/155 is a lot of volume — treat it like a long set, not a sprint. Consider breaking into sets of 10-8-8-7 or even 7x5 from the start. Do NOT go to failure on any set. The deadlifts come next and your lower back will already be fatigued, so prioritize bracing and hinge mechanics over speed — sets of 8-10 with short rest work well. Kettlebell swings are your best friend late in the workout; use the hip drive and let momentum do the work, cycling in sets of 15-10-8 or larger if you have gas left. For burpees, find a sustainable pace — a slow, steady burpee beats a fast one followed by a 30-second rest. Step up if needed. Transitions between movements should be deliberate but not slow — chalk up, breathe, go. Avoid the temptation to rest too long after burpees; keep moving.
Benchmark Notes
33 back squats, 33 deadlifts at 225/155 lb and 33 kettlebell swings at 70/53 lb, with 15 burpees after each. L5 (13:45-16:30) squats in sets of 5 and breaks the deadlifts and heavy swings. L10 (under 7 min) holds big sets throughout.
Modality Profile
4 movements total: Burpee (G), Back Squat (W), Deadlift (W), Kettlebell Swing (W). That's 1 Gymnastics and 3 Weightlifting movements. 1/4 = 25% G, 3/4 = 75% W, 0% M.
