Why This Workout Is Very Hard
Four 800m runs totaling 3.2km bookend three sets of 50 barbell reps across three different movements (150 total reps). While 75/45lb is light, the cumulative fatigue is brutal — legs are torched from running before each barbell set, and the shoulder-to-overheads arrive after 100 prior barbell reps and 2.4km of running. Estimated 35-50 minutes for average athletes. Volume and movement interference across multiple limiting factors (lungs, legs, shoulders) push this firmly into Very Hard.

Training Focus
This workout develops the following fitness attributes:
- Endurance (9/10): Four 800-meter runs totaling 3.2km of running interspersed with barbell work creates a massive cardiovascular demand, requiring sustained aerobic output throughout the entire workout duration.
- Stamina (9/10): 150 total barbell reps across three movements combined with repeated running bouts demands exceptional muscular endurance in the shoulders, hips, and posterior chain over an extended period.
- Power (6/10): All three barbell movements are inherently explosive — cleans, snatches, and push jerks require hip extension power. However, fatigue from volume and running degrades power expression significantly.
- Flexibility (5/10): Hang cleans require hip hinge and front rack mobility, snatches demand overhead flexibility and lat mobility, and shoulder-to-overheads need thoracic extension. Moderate mobility demands throughout.
- Speed (5/10): Efficient bar cycling and smooth transitions between running and lifting are important, but the sheer volume demands pacing over sprinting. Steady, sustainable output wins over raw speed.
- Strength (3/10): Light loads of 75/45 lb are well below maximal effort, making this a muscular endurance challenge rather than a true strength test. Fatigue accumulation makes later sets feel heavier.

Scaling Options
Weight: Reduce to 55/35 lb or 45/25 lb for athletes who cannot perform 15+ unbroken reps at Rx weight when fresh. Movement substitutions: Sub dumbbell hang cleans, dumbbell snatches, and dumbbell push presses at 35/20 lb if barbell cycling is a limiting skill. For the run, substitute 1000m row or 2-minute bike erg per 800m if running is contraindicated. Volume: Reduce reps to 35 per movement (35 hang cleans, 35 power snatches, 35 shoulder-to-overheads) or cut to 3 runs instead of 4 by removing the final 800m. A beginner-friendly version is 400m runs with 30 reps per movement at reduced load.
Scaling Explanation
Scale the weight if you cannot perform at least 10 unbroken hang cleans at Rx load when fully rested — under fatigue, that number will drop significantly, and grinding through singles with poor mechanics for 50 reps is both unsafe and misses the stimulus. Scale the volume if your estimated finish time exceeds 60 minutes, as the workout loses its intended metabolic effect beyond that window. Prioritize technique over load on all three barbell movements — the power snatch in particular demands positional integrity, and a pressed-out or hyperextended rep under fatigue is a recipe for shoulder injury. The goal is to keep moving with purpose throughout: athletes should be working, not resting. If you find yourself standing over the bar for more than 30 seconds at a time repeatedly, the load or volume needs to come down.
Intended Stimulus
This is a long-duration grind lasting 35-55 minutes for most athletes. The workout targets aerobic capacity and muscular endurance under fatigue, demanding that you sustain quality movement across 150 barbell reps and 3.2 miles of running. The primary challenge is mental and metabolic — the barbell loads are moderate by design, but accumulating 50 reps of three different movements while your legs are already taxed from repeated 800m runs will expose any weakness in pacing discipline and positional strength. Expect a hard, sustained effort that never fully lets you recover.
Coach Insight
Treat the runs as active recovery, not sprints — aim for a conversational pace you can sustain all four times. Your goal is to arrive at the barbell breathing hard but not destroyed. On the hang cleans, establish a strong hip hinge and use your legs to drive the bar up; avoid muscling it with your arms. For power snatches, keep the bar close and punch aggressively overhead — fatigue will tempt you to press out, which is both inefficient and unsafe. On shoulder-to-overheads, choose your movement wisely: push press is the most efficient for most athletes at this load. Break the barbell sets early and often — consider sets of 10-8-8-8-8-8 or even 10s throughout rather than grinding to failure. The biggest mistake athletes make is going out too fast on the first run and attacking the hang cleans unbroken, only to fall apart by the power snatches. Transitions should be smooth but not rushed — take 10-15 seconds to reset your breathing before picking up the bar.
Benchmark Notes
Four 800 m runs around 50 hang cleans, 50 power snatches and 50 shoulder-to-overheads with a light 75/45-lb bar. The runs are most of the time. L5 (23:30-26:30) runs each 800 m in about 4 minutes and the bar in sets of 10-15. L10 (under 16 min) runs near 2:40 and the bar nearly unbroken.
Modality Profile
4 total movements: Run (M), Hang Clean (W), Power Snatch (W), Shoulder-to-Overhead (W). That's 1 monostructural and 3 weightlifting movements. 1/4 = 25% M, 3/4 = 75% W, 0% G.
