Workout Description
4 Rounds for Time
40 calorie Assault Bike
30 Sandbag Over Shoulder (50/35 lb)
20 Wall Ball Shots (20/14 lb)
Why This Workout Is Very Hard
Four rounds creates brutal cumulative fatigue. The 40-cal Assault Bike destroys the legs and lungs before hitting 30 sandbag-over-shoulder reps — a grinding, full-body movement that taxes the posterior chain, grip, and core. Wall balls then punish already-fatigued quads and shoulders. Multiple limiting factors (cardio, legs, grip, core) compound across rounds, with no built-in rest. Most average athletes will need significant scaling by rounds 3-4.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): High cumulative volume — 160 calories, 120 sandbag lifts, and 80 wall ball shots — demands exceptional muscular endurance across the posterior chain, shoulders, and legs throughout all four rounds.
- Endurance (8/10): Four rounds of 40-calorie Assault Bike creates sustained cardiovascular demand. The bike alone drives significant aerobic stress, compounded by continuous movement through sandbag and wall ball work with minimal rest.
- Power (6/10): Sandbag over shoulder is an inherently explosive hip-driven movement, and wall ball shots require a powerful squat-to-throw pattern. Power output degrades across rounds, making early efficiency critical.
- Strength (5/10): Sandbag over shoulder at 50/35 lb requires meaningful force production, especially as fatigue accumulates. Not maximal strength, but repeated loaded carries challenge functional strength under metabolic stress.
- Speed (5/10): Timed format incentivizes pushing pace, but the sheer volume and fatigue from the Assault Bike demand strategic pacing. Transitions between movements matter, but sustainable rhythm outweighs raw speed.
- Flexibility (3/10): Wall ball shots require hip depth and thoracic extension; sandbag loading demands hip hinge mobility. Overall mobility demands are moderate but not extreme, staying within functional movement patterns.

- Wall Ball
- Air Bike
- Sandbag Clean
Scaling Options
Weight: Reduce sandbag to 35/20 lb for newer athletes or those with limited odd-object experience. Scale wall ball to 14/10 lb if squat mechanics break down under fatigue. Bike: Reduce to 30 calories per round if 40 calories will take longer than 3-4 minutes consistently. Volume: Reduce to 3 rounds if the athlete is newer or the workout will exceed 45 minutes. Alternatively, scale reps to 30 cal bike / 20 sandbag / 15 wall balls per round. Movement substitutions: Replace Assault Bike with 500m row or 800m ski erg. Replace sandbag over shoulder with dumbbell hang power clean (50/35 lb) or kettlebell deadlift if no sandbag is available. Replace wall balls with goblet squats if overhead mechanics are compromised.
Scaling Explanation
Scale if you cannot complete at least 10 sandbag reps unbroken at the prescribed weight with good hip mechanics, or if your wall ball squat depth and ball height are inconsistent under fatigue. The goal is to finish in 25-40 minutes — if your projected time exceeds 45 minutes, reduce volume or weight to preserve the intended stimulus of sustained hard effort. Prioritize technique on the sandbag above all else — a rounded-back, jerky lift under fatigue is a recipe for injury. Intensity matters, but not at the cost of movement quality on a heavy odd-object movement. Athletes newer to sandbag work should always start lighter than they think they need to — the cumulative 120 reps across four rounds will humble you quickly.
Intended Stimulus
This is a moderate-to-long grind lasting roughly 25-40 minutes for most athletes. The combination of a high-calorie bike, heavy odd-object work, and wall balls creates a relentless full-body conditioning demand that taxes your aerobic engine, posterior chain, and legs simultaneously. Expect a hard sustained effort — this is not a sprint, but it should never feel comfortable. The primary challenge is mental and muscular endurance: managing fatigue across four rounds while keeping the sandbag moving and maintaining squat mechanics on wall balls when your legs are already cooked from the bike.
Coach Insight
Pace the Assault Bike at a strong but sustainable effort — aim for 70-75% output, not a sprint. Going too hard on the bike will destroy your sandbag sets. On the Sandbag Over Shoulder, use your hips aggressively — this is a hip hinge and drive movement, not a back lift. Keep the bag close to your body, load the hips, and explode through. Break the 30 reps into manageable sets early: think 10-10-10 or 8-8-7-7 in rounds 1-2, and be honest about fatigue in rounds 3-4. Wall balls should be done in large unbroken sets early (15-5 or 20 straight) since your legs are already warm — don't let these drag out. The biggest mistake athletes make is going too hard on the bike in round 1 and then watching the sandbag sets fall apart. Transitions should be quick and deliberate — don't stand around between movements. In later rounds, give yourself a 3-5 breath reset before picking up the sandbag rather than rushing into sloppy reps.
Benchmark Notes
Four rounds of a 40-calorie assault bike, 30 sandbag over-the-shoulders at 50/35 lb and 20 wall balls. The bike is the limiter. L5 (21:30-24:30) bikes each 40 calories in about 2 minutes. L10 (under 13:30) bikes near a minute and moves the sandbag unbroken.
Modality Profile
Two movements: Air Bike is Monostructural (cyclical cardio), Wall Ball is Weightlifting (external load/medicine ball). 50/50 split.
