Why This Workout Is Very Hard
This 35-minute AMRAP combines multiple limiting factors: the 400m run and burpee broad jumps pre-fatigue the legs before 21 ground-to-overheads (50/35kg), which is substantial barbell cycling volume. The 75-second plank hold mid-round taxes core stability needed for the KB overhead lunges on both arms. Cumulative fatigue across each round makes later rounds brutal, and the sheer variety of movement patterns prevents any true recovery, pushing this firmly into Very Hard territory.
Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): High-rep movements including 21 ground-to-overheads, 25 hollow rocks, 34 total KB lunges, and a 75-second plank each round accumulate massive muscular endurance demands across core, legs, and shoulders.
- Endurance (8/10): A 35-minute AMRAP with 400m runs each round creates sustained cardiovascular demand. The continuous cycling of aerobic work across all movements keeps heart rate elevated throughout the entire session.
- Flexibility (6/10): Overhead lunges demand thoracic mobility and shoulder stability, ground-to-overhead requires hip hinge mechanics, and hollow rocks need posterior chain flexibility. Above-average mobility is needed throughout.
- Power (5/10): Burpee broad jumps and ground-to-overhead movements require explosive hip extension and power generation, but the AMRAP format and fatigue accumulation moderate the true power output achievable each round.
- Speed (5/10): Efficient transitions and steady pacing across a 35-minute AMRAP are important, but the sheer volume and complexity of movements reward smart pacing over aggressive cycling speed.
- Strength (4/10): Ground-to-overheads at 50/35kg and single-arm KB overhead lunges require meaningful strength, but moderate loads and high reps shift the stimulus toward endurance rather than maximal force production.

Scaling Options
Run: Reduce to 300m or substitute 500m row or 1.2km bike erg for athletes with running limitations. Burpee Broad Jumps: Reduce to 20 meters, or substitute 15 standard burpees if space is limited. Ground-to-Overhead: Scale to 35/25 kg for intermediate athletes, 20/15 kg for newer athletes, or substitute dumbbell ground-to-overhead at equivalent loads. Rep count can drop to 15 if load is still challenging. Hollow Rocks: Scale to 25 hollow holds (3-second pause each) or tuck hollow rocks for athletes who cannot maintain lumbar contact with the floor. KB Overhead Lunges: Scale to 12/8 kg, reduce reps to 12 per arm, or substitute KB front-rack lunges or goblet-hold lunges to remove the overhead stability demand. Plank Hold: Scale to 60 seconds or 45 seconds; athletes with shoulder issues may substitute a dead bug hold for the same duration.
Scaling Explanation
Scale this workout if you cannot perform at least 10 unbroken ground-to-overheads at Rx weight with solid mechanics, or if you cannot hold a KB overhead position for 10+ consecutive lunges without the shoulder collapsing. The overhead lunge is the highest-skill movement here — prioritize technique over load every time. If an athlete is still in round 1 after 12 minutes, the stimulus has been lost; scale volume or load to ensure they complete at least 2-3 full rounds. Intensity is secondary to movement quality in a 35-minute workout — grinding through broken mechanics for 35 minutes creates injury risk, not fitness. Athletes should finish each round feeling challenged but in control, not destroyed. Target effort is a 7-8 out of 10 sustained — hard enough to be uncomfortable, controlled enough to keep moving.
Intended Stimulus
This is a long-domain aerobic grind targeting your sustained engine and mental durability. At 35 minutes, expect a moderate-to-hard effort that never fully lets you recover — think long steady engine with periodic strength and skill tax. The primary challenge is mental: managing fatigue across a complex, multi-modal couplet that demands both cardiovascular output and unilateral stability. Secondary challenge is midline and shoulder endurance, particularly through the overhead lunges and plank hold late in each round. The goal is 3-4 full rounds for well-conditioned athletes, with the run acting as active recovery and the burpee broad jumps and ground-to-overheads as the primary intensity spikes.
Coach Insight
Pace the run conservatively — this is not a sprint, it's a reset. Use it to control your breathing before hitting the burpee broad jumps, which are deceptively taxing on the hips and lungs. On the ground-to-overheads (50/35 kg), break early and often: sets of 7-7-7 or 8-7-6 will serve you far better than going to failure. Keep the bar close and use your hips — power cleans into push press or squat clean thrusters are both valid. Hollow rocks should be unbroken if possible; if your lower back peels off the floor, you've lost the movement — pause and reset rather than grind through bad reps. For the KB overhead lunges, lock the shoulder down and pack it before each set — fatigue will cause the bell to drift forward and compromise the shoulder. Do NOT rush into the plank hold; take 5-10 seconds to set your position (posterior pelvic tilt, squeeze glutes, brace hard) and commit to the full 75 seconds. Common mistakes: going out too hot on round 1, skipping the shoulder setup on lunges, and letting the hollow rocks turn into a lower-back exercise. Treat each round like a training session within the workout — consistent splits beat a fast first round and a crawl to the finish.
Benchmark Notes
Each round is a 400 m run, 30 m of burpee broad jumps, 21 ground-to-overheads at 50/35 kg, 25 hollow rocks, 17 single-arm kettlebell overhead lunges at 20/12 kg on each side and a 75-second plank. L5 (3.05-3.5 rounds) takes about 10 minutes a round. Elite athletes hold about 6:30 a round (5.4+ rounds in 35 minutes).
Modality Profile
6 movements total: Run (M), Burpee Broad Jump (G), Ground-to-Overhead (W), Hollow Rock (G), Kettlebell Overhead Lunge (W), Plank (G). Gymnastics: 3 movements (Burpee Broad Jump, Hollow Rock, Plank) = 50%. Monostructural: 1 movement (Run) = ~17%. Weightlifting: 2 movements (Ground-to-Overhead, Kettlebell Overhead Lunge) = ~33%.
