Workout Description

AMRAP in 33 minutes 5 Thrusters (135/95 lb) 7 Toes-to-Bar 1 Legless Rope Climb (15 ft) 200 meter Run Buy-In: 118 Wall Ball Shots (20/14 lb)

Why This Workout Is Very Hard

The 118 wall ball buy-in immediately taxes legs and lungs before the AMRAP even begins. Thrusters at 135/95 lb are demanding fresh — they're brutal after wall balls. Legless rope climbs require significant grip and pulling strength, which compounds with toes-to-bar grip fatigue. The 33-minute time domain means sustained accumulation of fatigue across all limiting factors: grip, legs, lungs, and skill. Most average athletes will need to scale multiple elements.

Training Focus

This workout develops the following fitness attributes:

  • Stamina (9/10): The 118 wall ball buy-in alone demands exceptional muscular endurance. Combined with repeated thrusters, toes-to-bar, rope climbs, and runs across many rounds, total muscular stamina is the primary limiter.
  • Endurance (8/10): A 33-minute AMRAP with a 118 wall ball buy-in and 200m runs each round creates sustained cardiovascular demand throughout. The long duration and continuous aerobic output push endurance significantly.
  • Power (6/10): Thrusters and wall ball shots are inherently explosive hip-extension movements. Legless rope climbs require powerful upper body pulls. The repeated power output across a long AMRAP makes this a meaningful power-stamina hybrid.
  • Strength (5/10): Thrusters at 135/95 lb and legless rope climbs require meaningful strength output, particularly upper body pulling and leg drive. Not maximal effort, but loads are substantial enough to fatigue muscles quickly.
  • Flexibility (5/10): Toes-to-bar demand hip flexor and hamstring flexibility, thrusters require overhead mobility, and wall balls need deep squat mechanics. Moderate but consistent mobility demands across multiple movement patterns.
  • Speed (5/10): Pacing is critical over 33 minutes with a heavy buy-in. Athletes must manage transition speed and cycling efficiency on toes-to-bar and thrusters without burning out, rewarding steady sustainable output over sprinting.

Scaling Options

Wall Ball Buy-In: Reduce to 80-100 reps for newer athletes, or use a 14/10 lb ball. Thrusters: Scale to 95/65 lb for athletes who cannot confidently cycle 5 reps unbroken at Rx; 75/55 lb for beginners. Toes-to-Bar: Sub knees-to-chest, knees-to-elbows, or hanging knee raises. For athletes with limited kip, reduce to 5 reps. Rope Climb: Sub 2 rope climbs with feet (15 ft), 3 strict pull-ups + 3 ring rows, or 5 strict pull-ups if no rope is available. Reduce to a 10 ft legless climb for intermediate athletes. Run: Sub 250m row or 200m ski erg if needed. Volume: Reduce buy-in to 80 wall balls and AMRAP reps to 4 thrusters / 5 toes-to-bar / 1 rope climb (with feet) / 200m run for athletes still building engine capacity.

Scaling Explanation

Scale the thruster weight if you cannot perform at least 5 unbroken reps at Rx with solid mechanics — a slow, grinding thruster under fatigue becomes a back injury risk. Scale the rope climb if you cannot perform at least 2 legless climbs when fresh; substituting with feet is always appropriate and keeps the stimulus intact. Scale toes-to-bar if you cannot string together at least 3-4 reps — kipping wildly to hit reps destroys your grip and shoulder stability for the rest of the workout. The buy-in should take no more than 12-14 minutes — if 118 wall balls at Rx weight will take longer or compromise your ability to move in the AMRAP, reduce the volume or load. Prioritize intensity and consistent movement over Rx status. The goal is to complete the buy-in and accumulate 4-6+ rounds in the AMRAP. If you're finishing fewer than 3 rounds, the scaling was too aggressive or the buy-in took too long.

Intended Stimulus

This is a long-duration grind — expect 33+ minutes of sustained effort with a punishing buy-in that sets the tone for everything that follows. The 118 wall ball shots act as a metabolic tax before the AMRAP even begins, targeting your legs, lungs, and shoulders right out of the gate. The AMRAP itself demands a long, steady engine with repeated exposure to a barbell skill movement, a gymnastics skill, a high-demand rope climb, and an aerobic reset on the run. Primary challenges are mental toughness and pacing discipline — this workout will test your ability to keep moving when fatigued. The energy demand is a sustained hard effort across the full duration, with no true rest built in. Adaptation targets include aerobic capacity, muscular endurance, and mental resilience under accumulated fatigue.

Coach Insight

Attack the buy-in with a smart, consistent strategy — do NOT go unbroken out of the gate. Break the 118 wall balls into sets of 15-20 with short, deliberate rest (3-5 breaths). A common breakdown is 20-20-20-20-18-20 or similar. Get through the buy-in in under 10-12 minutes to leave meaningful time in the AMRAP. Once in the AMRAP, treat the 200m run as your active recovery — use it to shake out your arms and reset your breathing before the next round. On thrusters at 135/95, aim for unbroken sets — these are only 5 reps, so push to hold them together unless you're deep into the workout. For toes-to-bar, break early: sets of 4-3 or 3-2-2 will serve you better than going to failure and hanging on the bar. The legless rope climb is the most demanding movement — use a strong hip hinge and aggressive pull to minimize arm fatigue. Keep your eyes up and lock off at the top efficiently. Common mistakes: going too hard on wall balls and dying in the AMRAP, breaking the rope climb poorly by not using hip drive, and letting transitions drag. Move with purpose between movements.

Benchmark Notes

118 wall balls at 20/14 lb, then as many rounds as possible of 5 thrusters at 135/95 lb, 7 toes-to-bar, a 15 ft legless rope climb and a 200 m run in the rest of the 33 minutes. L5 (8-9.5 rounds) needs about 6 minutes for the wall balls and about 3 minutes a round, mostly on the legless climb. Elite athletes finish the wall balls in under 4 minutes and hold about 1:30 a round (19+).

Modality Profile

5 movements total: Toes-to-Bar (G) and Legless Rope Climb (G) = 2 Gymnastics; Run (M) = 1 Monostructural; Wall Ball (W) and Thruster (W) = 2 Weightlifting. Ratios: G=2/5=40%, M=1/5=20%, W=2/5=40%.
