Workout Description
For Time
1000 meter Row
30 Pull-Ups
30 Thrusters (40/30 kg)
1000 meter Run
Why This Workout Is Hard
This workout chains four demanding elements with no rest: a 1000m row taxes the legs and lungs before 30 pull-ups (grip/upper body), then 30 thrusters at 40/30kg (legs already fatigued from rowing), finishing with a 1000m run on spent legs. The thruster volume is the critical limiter — comparable to Fran's volume but with significant pre-fatigue. Expect 18-25 minutes for average athletes, with most breaking the thrusters into multiple sets.

Training Focus
This workout develops the following fitness attributes:
- Endurance (8/10): Two aerobic bookends — a 1000m row and 1000m run — combined with moderate-load barbell and gymnastics work create sustained cardiovascular demand throughout, testing aerobic capacity across multiple modalities.
- Stamina (8/10): Thirty pull-ups and thirty thrusters at moderate load demand significant muscular endurance in the upper body, legs, and core, especially when accumulated fatigue from rowing and running compounds the challenge.
- Speed (5/10): For-time format incentivizes efficient pacing and fast transitions. Athletes must balance aggressive cycling on pull-ups and thrusters with sustainable effort on the row and run to minimize total time.
- Strength (4/10): Thrusters at 40/30 kg are moderate loads requiring functional strength, but the rep count and fatigue context shift the demand away from maximal force production toward muscular endurance.
- Flexibility (4/10): Thrusters require overhead shoulder mobility and hip flexibility at the bottom of the squat. Pull-ups demand lat and shoulder range of motion. Moderate but meaningful mobility demands throughout.
- Power (4/10): Thrusters have an inherent explosive drive component, and rowing requires powerful leg drive. However, the volume and fatigue context reduce the ability to express true peak power output.
Scaling Options
Weight: Reduce thrusters to 30/20 kg or even 20/15 kg if needed to maintain movement quality and keep sets manageable. Pull-ups: Sub banded pull-ups, ring rows, or jumping pull-ups — choose a variation that allows sets of 5-10 reps. Volume: Reduce pull-ups and thrusters to 20 reps each if the full 30 reps would take more than 6-7 minutes on either movement. Cardio: Shorten the row and run to 750m each if the full distances push the workout beyond 35 minutes, or substitute a 3-minute bike or ski erg equivalent if running or rowing is not accessible.
Scaling Explanation
Scale if you cannot perform at least 5 unbroken pull-ups or 10 unbroken thrusters at the prescribed weight when fresh — under fatigue these numbers will drop significantly. The goal is to keep moving with short, intentional rest breaks rather than long stalls. If the workout is taking longer than 30-32 minutes, the stimulus shifts from sustained hard effort to a grind that loses its training value. Prioritize intensity and movement quality over hitting Rx numbers — a scaled version done at high effort will always produce better results than an Rx version done at a crawl with broken mechanics. Target completion time is 18-28 minutes.
Intended Stimulus
This is a moderate-to-long time domain workout targeting 18-28 minutes for most athletes. It demands a hard sustained effort across four distinct movements, testing your aerobic engine, upper body pulling and pressing strength, and mental grit to push through fatigue. The primary challenge is conditioning and pacing — the thrusters sandwiched between two cardio pieces will expose any weakness in your engine or your ability to manage effort across transitions. Expect your legs to be pre-fatigued from the row before you ever touch a barbell.
Coach Insight
The row sets the tone — resist the urge to go out hot. Aim for a controlled, sustainable pace (roughly 2:00-2:10 per 500m for most athletes) so your legs and lungs are ready for what follows. On pull-ups, break early and often — sets of 5-8 with short rests beat grinding to failure and staring at the bar for 90 seconds. For thrusters at 40/30 kg, the weight is moderate but your shoulders and legs will already be taxed, so plan your sets before you start: think 10-10-10 or 8-7-8-7. Keep the thruster efficient — use your hips to drive the bar overhead, don't press it out. The final 1000m run is where mental toughness wins. Your legs will feel heavy off the thrusters, but find a rhythm in the first 200m and commit to it. Common mistakes: rowing too hard and blowing up on pull-ups, doing pull-ups unbroken and dying on thrusters, and going out too fast on the run when legs are already cooked.
Benchmark Notes
A 1,000 m row, 30 pull-ups, 30 thrusters at 40/30 kg and a 1,000 m run. L5 (13:30-15:15) rows in about 4 minutes and runs in about 5. L10 (under 8:45) rows near 3:15 and runs near 3:20.
Modality Profile
4 movements: Row (M), Run (M), Pull-Up (G), Thruster (W). That's 2 monostructural, 1 gymnastics, 1 weightlifting. 2/4=50% M, 1/4=25% G, 1/4=25% W.
