Workout Description
21 Rounds for Time
6 Deadlifts (80/60 lb)
5 Hang Power Cleans (80/60 lb)
4 Front Squats (80 lb)
3 Shoulder-to-Overheads (80/60 lb)
200 foot Weighted Carry (80/60 lb)
Why This Workout Is Very Hard
21 rounds is an enormous volume multiplier — that's 126 deadlifts, 105 hang power cleans, 84 front squats, 63 shoulder-to-overheads, and 4,200 feet of weighted carry. While the 80/60 lb load is light, the sheer repetition creates crushing cumulative fatigue across grip, posterior chain, and shoulders simultaneously. The barbell cycling sequence (DL→HPC→FS→S2OH) compounds fatigue with no recovery built in. Estimated 45-70+ minutes for average athletes.

Training Focus
This workout develops the following fitness attributes:
- Stamina (9/10): With 21 rounds totaling 126 deadlifts, 105 hang power cleans, 84 front squats, 63 shoulder-to-overheads, and 4,200 feet of weighted carry, muscular endurance is the primary limiting factor throughout.
- Endurance (8/10): 21 rounds of continuous barbell cycling and loaded carries creates significant cardiovascular demand. The sustained aerobic output required to complete this volume elevates heart rate for an extended duration.
- Speed (6/10): Efficient barbell cycling, smooth transitions between movements, and consistent pacing across 21 rounds are critical. Athletes must manage grip fatigue and bar cycling speed to avoid excessive rest breaks.
- Flexibility (5/10): Front squats and hang power cleans require adequate thoracic mobility, hip flexibility, and wrist/shoulder positioning. The rack position and overhead lockout demand moderate mobility across multiple joints.
- Power (5/10): Hang power cleans require explosive hip extension each rep, and shoulder-to-overheads demand some power output. However, the high volume and fatigue shift the stimulus toward grinding rather than true explosiveness.
- Strength (4/10): The 80/60 lb loading is moderate and accessible, prioritizing muscular endurance over maximal strength. Loads are light enough to cycle continuously but heavy enough to accumulate fatigue across 21 rounds.

Scaling Options
Weight: Reduce to 55/35 lb or 65/45 lb if the Rx load feels heavy for more than 3-4 reps unbroken in any movement. For athletes newer to barbell cycling, 45/35 lb is appropriate. Movement substitutions: Replace Hang Power Cleans with Hang Power Snatches (lighter load) or dumbbell hang cleans if barbell cycling is a skill limitation. Replace Front Squats with Goblet Squats using a single dumbbell or kettlebell. Replace Shoulder-to-Overhead with a dumbbell press or push press. Replace Weighted Carry with a 200-foot unweighted farmer carry or a 100-foot sled push. Volume modifications: Reduce to 15 rounds for intermediate athletes or 10 rounds for beginners while keeping the same rep scheme per round. Alternatively, reduce reps to 4 Deadlifts, 3 Hang Power Cleans, 2 Front Squats, 2 Shoulder-to-Overheads, and 100-foot carry for 21 rounds to preserve the round count and mental challenge.
Scaling Explanation
Scale the weight if you cannot perform all 6 deadlifts and 5 hang power cleans unbroken in round 1 with good technique — because by round 15, you'll be doing them in multiple sets, which dramatically slows you down and increases injury risk. Scale the rounds if you are newer to CrossFit or if 21 rounds feels psychologically overwhelming — 15 rounds still delivers the intended stimulus. Prioritize technique over intensity on every single rep: the front squat rack position and the hang power clean hip drive are the two most common breakdown points. The target completion time is 35-55 minutes for most athletes. If you finish under 30 minutes, the weight was too light or the pace was too aggressive. If you're approaching 70+ minutes, reduce rounds or weight next time. The goal is to finish feeling like you worked hard but stayed in control the entire time — not destroyed, not easy.
Intended Stimulus
This is a long-duration grind — expect 35-60+ minutes of sustained, moderate-intensity work. With 21 rounds, the goal is NOT to sprint; it's to find a repeatable, sustainable pace and hold it from round 1 to round 21. The light barbell weight (80/60 lb) means the limiting factor is your aerobic engine and mental fortitude, not raw strength. Think of this as a long steady engine workout — like a barbell-based row or run. The primary challenge is mental: staying disciplined, avoiding the temptation to go fast early, and grinding through the back half when fatigue accumulates. The weighted carry adds a unique full-body demand that will tax your grip, core, and legs cumulatively across all 21 rounds.
Coach Insight
Pacing is everything here. If you go out hot in rounds 1-5, rounds 15-21 will be brutal. Aim for a round time you can sustain from the very first rep — ideally 90 seconds to 2.5 minutes per round depending on your fitness level. Treat the first 7 rounds as a warm-up effort. Strategy by movement: Deadlifts — stay connected to the bar, hinge efficiently, avoid rounding the lower back as fatigue sets in. Hang Power Cleans — use your hips, not your arms; re-grip between reps if needed. Front Squats — elbows up, maintain your rack position; this is where technique breaks down late in the workout. Shoulder-to-Overhead — choose your style (press, push press, or jerk) and be consistent; push press is the best bang for your buck here. Weighted Carry — pick a carry style (farmer, front rack, or bear hug) and commit to it; try to walk the 200 feet without stopping. Common mistakes: going unbroken early and burning out, letting the front rack collapse on squats, and rushing transitions between movements. Keep transitions tight but controlled — 5-10 seconds between movements is fine.
Benchmark Notes
21 rounds of 6 deadlifts, 5 hang power cleans, 4 front squats and 3 shoulder-to-overheads with one 80/60 lb bar, then a 200 ft carry of the same load. L5 (30-34 min) takes about 1:35 a round. L10 (under 17:30) holds about 50 seconds a round.
Modality Profile
All 4 movements (Deadlift, Hang Power Clean, Front Squat, Shoulder-to-Overhead) are barbell weightlifting movements with external load. No gymnastics or monostructural movements present, making this 100% Weightlifting.
