Workout Description
EMOM for 10 minutes
2 Front Squats (225/155 lb)
5 Burpee Box Jumps (24/20 in)
Why This Workout Is Very Hard
225/155lb front squats are near-maximal for many average athletes, and pairing them with 5 burpee box jumps creates roughly 30-40 seconds of work per minute, leaving minimal rest. The front squat demands significant leg strength and upper body stability, while burpee box jumps spike the heart rate — these movements compound each other's fatigue. Over 10 minutes, cumulative leg and cardiovascular fatigue will force most athletes to scale.
Training Focus
This workout develops the following fitness attributes:
- Power (8/10): Burpee box jumps require explosive hip extension on every rep, and front squats at heavy loads demand powerful leg drive. Both movements prioritize explosive output, making power a dominant training stimulus.
- Strength (7/10): 225/155 lb front squats are heavy, near-maximal loads for many athletes. Performing 2 reps per minute under fatigue from burpees makes strength a primary limiting factor throughout the workout.
- Stamina (6/10): Repeated sets of front squats and burpee box jumps across 10 rounds accumulate significant muscular fatigue in legs and hips. Volume is moderate but the combination creates compounding muscular endurance demands.
- Flexibility (6/10): Front squats demand significant thoracic extension, wrist flexibility, and hip mobility to maintain an upright torso. Box jumps require adequate hip flexion. Above-average mobility is needed to sustain quality reps.
- Endurance (5/10): A 10-minute EMOM creates moderate cardiovascular demand. The structured rest within each minute prevents true aerobic redlining, but cumulative fatigue across rounds builds meaningful cardio stress.
- Speed (4/10): The EMOM format provides built-in rest, reducing the need for sprint-level cycling. Athletes must move efficiently to complete reps within the minute, but true speed cycling is not the primary demand.
Movements
- Front Squat
- Burpee Box Jump
Scaling Options
Weight: Scale front squats to 70-80% of Rx (155/105 lb) for intermediate athletes, or to a load you can confidently hit 3-5 unbroken reps with — 2 reps should feel heavy but never a grind. Beginners can work at 95/65 lb or use goblet squats. Movement substitutions: Replace burpee box jumps with burpee step-ups (same box height) to reduce impact and skill demand, or reduce box height to 20/16 in. For athletes with knee or ankle limitations, sub burpees to a plate (25 lb) instead of a box. Volume modifications: Reduce to 1 front squat + 4 burpee box jumps per round if the combination is too demanding, or shorten the EMOM to 8 minutes. Beginners can run this as an EMOM for 8 minutes with lighter loads and step-ups.
Scaling Explanation
Scale the front squat weight if you cannot confidently hit 3+ unbroken reps at the prescribed load — 2 reps should feel challenging but never a max effort. If your elbows are dropping or your chest is caving under fatigue by round 4-5, the weight is too heavy. Scale the burpee box jumps to step-ups if you have any knee, ankle, or landing concerns, or if the jump is slowing you down significantly. The priority in this workout is maintaining consistent round times and quality movement — intensity over ego. Every athlete should be finishing each round with at least 10-15 seconds of rest. If you're hitting the buzzer with zero rest by round 5, you need to scale. Technique always wins here: a heavy front squat with a broken rack position is a back injury waiting to happen under fatigue.
Intended Stimulus
Short burst power output repeated across 10 rounds — this is a sprint-style EMOM demanding explosive strength and fast-moving conditioning. Each minute should feel like a hard effort with just enough rest to reset and go again. The primary challenge is the combination of heavy lower-body strength (front squats) immediately paired with explosive, full-body conditioning (burpee box jumps). Expect your legs to accumulate fatigue quickly. The goal is to maintain consistent output every minute without slowing down in the back half — if you're finishing each round with 20+ seconds of rest, you're underloaded or under-paced; if you're barely making the minute, you need to scale.
Coach Insight
The front squats are the anchor of this workout — treat them as a strength piece, not a conditioning piece. Set up deliberately, brace hard, and hit two crisp reps before transitioning immediately to burpee box jumps. Don't rush the squats and compromise position; a missed rep or a grinder costs you more time than a clean, fast double. For the burpee box jumps, find a rhythm — chest to deck, explosive hip extension, land softly on the box, stand tall, step or jump down, repeat. Avoid the common mistake of collapsing on the burpee or short-stepping the box jump. Target 35-45 seconds of work per round, leaving 15-25 seconds of rest. If you're resting less than 10 seconds, scale the weight or reps. Common mistakes: losing the front rack position on fatigued squats (elbows drop, chest caves), and burning out on burpee box jumps by going too fast in rounds 1-3. Stay controlled and consistent from minute one.
Benchmark Notes
This is an EMOM with fixed work per minute (2 front squats at 225/155 lb + 5 burpee box jumps) — the workout is completed or it isn't. There is no accumulating score; athletes either hold the interval for 10 rounds or they don't. Performance differences are captured by whether athletes can sustain the prescribed loading, not by a numeric score.
Modality Profile
Two movements: Burpee Box Jump is Gymnastics (bodyweight movement combining burpee and box jump), Front Squat is Weightlifting (barbell with external load). 1 G + 1 W = 50/50 split.
