Workout Description

4 Rounds for Time 10 Back Squats (275/205 lb) 400 meter Run

Why This Workout Is Very Hard

275/205 lb back squats are near 1RM territory for many average CrossFitters, and 10 reps per round is substantial at that load. The 400m run then flushes the legs before returning to another heavy squat set — creating brutal cumulative fatigue across 4 rounds. Unlike a pure strength piece, the run prevents recovery, making each squat set progressively harder. Most athletes will need significant scaling.

Training Focus

This workout develops the following fitness attributes:

  • Strength (8/10): 275/205 lb back squats are near-maximal loads for many athletes. Maintaining positional integrity across 10 reps per round under fatigue makes this a strong strength stimulus.
  • Stamina (7/10): 40 total back squats at heavy loads across four rounds demands significant muscular endurance of the legs and posterior chain, especially as fatigue compounds with each successive round.
  • Endurance (6/10): Four rounds of 400m runs accumulate 1600m of running, creating meaningful cardiovascular demand. The repeated aerobic effort between heavy squat sets keeps heart rate elevated throughout the workout.
  • Flexibility (5/10): Back squats require adequate hip, ankle, and thoracic mobility to maintain proper depth and bar position. Running adds minimal flexibility demand, keeping this at a moderate level.
  • Speed (4/10): For Time format incentivizes pushing pace on runs and minimizing rest between sets, but heavy squat loads naturally limit cycling speed and force deliberate, controlled movement.
  • Power (3/10): Back squats at heavy loads are more of a strength grind than explosive movement. Running provides minimal power stimulus. The workout is not primarily power-focused.

Scaling Options

Weight: Scale to 60-70% of your 1RM back squat, or use specific loads of 185-225 lb for men and 135-155 lb for women. If your 1RM is below 315/235 lb, reduce load accordingly. Movement substitution: Goblet squats or front squats at lighter loads work well if back squat mechanics are a concern. Athletes with limited squat depth or mobility can use a box squat to a target. Run substitution: 500m row or 1.0 mile bike erg per round for athletes who cannot run. Volume: Reduce to 3 rounds or drop reps to 7 per round if the combination of load and volume is too great. Newer athletes can try 3 rounds of 7 reps at 135/95 lb.

Scaling Explanation

Scale the weight if you cannot perform at least 5 clean, unbroken back squats at the prescribed load with full depth and a neutral spine — this workout should be challenging but never a technique breakdown. If your 1RM back squat is under 315 lb (men) or 235 lb (women), the Rx weight is likely too heavy to sustain across 4 rounds. Prioritize movement quality over load every time; a heavy squat with a rounded back under fatigue is a recipe for injury. The goal completion window is 18-26 minutes — if you're projected to go over 30 minutes, reduce rounds or reps. Intensity matters here, but not at the expense of your spine. Scale to keep the stimulus honest: heavy enough to be hard, light enough to keep moving.

Intended Stimulus

This is a moderate-to-long effort lasting roughly 18-28 minutes for most athletes. The combination of heavy barbell squats and running creates a brutal lower-body fatigue loop — your legs are never fully recovered. The primary challenge is strength-endurance: can you maintain squat mechanics under load when your quads and lungs are already taxed from the run? Expect a hard, sustained effort that tests both your back squat capacity and your ability to keep moving when everything wants to slow down.

Coach Insight

The key strategic decision is how you break the 10 back squats each round. At 275/205 lb, most athletes should NOT attempt all 10 unbroken — plan your breaks before you need them. A 5-5 or 6-4 split is smart for most; elite athletes may go 7-3 or unbroken in rounds 1-2 but will pay for it later. Set the bar in a rack and use it — do not squat from the floor. On the run, resist the urge to sprint out of the gate; settle into a controlled pace you can sustain all 4 rounds. The biggest mistake is going too heavy on the squats and grinding ugly reps with a rounded back or caving knees — this is where injury risk spikes. Brace hard, drive knees out, and keep your chest up every single rep. Transitions should be deliberate but not slow — rack the bar, take 2-3 breaths, and head out. Rounds 3 and 4 are where this workout is won or lost; hold your pace and don't let the run become a walk.

Benchmark Notes

Four rounds of 10 back squats at 275/205 lb and a 400 m run. 275 lb is about 85% of an average athlete's max, so L5 (17-20:15) squats in sets of 2-3 and runs on heavy legs. L10 (under 8:20) squats 10 unbroken and runs near 1:15.
