Why This Workout Is Very Hard
This ascending-load back squat ladder is brutally demanding. The average athlete faces 185lb squats fresh, but by the time they hit 275lb (a near-max effort for many), their legs are already fatigued from prior squats and three 400m runs. The runs don't provide recovery — they compound leg fatigue. The 275/205lb final set is near-maximal for most, making this a true strength-endurance test that most athletes will need to scale.

Training Focus
This workout develops the following fitness attributes:
- Strength (8/10): Heavy loading at 185/135, 225/155, and 275/205 lb demands significant maximal strength, especially on the final 5-rep set. This is a strength-dominant workout with near-maximal efforts required to complete the heaviest set.
- Endurance (5/10): Three 400-meter runs interspersed with heavy squats create moderate cardiovascular demand. The runs are short enough to recover between squat sets, but cumulative fatigue builds aerobic stress throughout.
- Stamina (5/10): Thirty total back squats across three sets with increasing load tests muscular endurance moderately. The descending rep scheme with heavier weights shifts demand from stamina toward pure strength as the workout progresses.
- Flexibility (5/10): Back squats require adequate hip, ankle, and thoracic mobility to maintain proper positioning under load. Heavier weights amplify the demand for good squat mechanics and range of motion throughout.
- Power (4/10): Heavy back squats require some explosive drive out of the hole, particularly at higher loads. However, the grinding nature of near-maximal weights reduces true power expression compared to lighter, faster cycling.
- Speed (3/10): The for-time format encourages urgency, but heavy barbell loads and short runs limit sprint cycling. Pacing the runs and managing rest between squat sets is more strategic than purely speed-focused.
Scaling Options
Weight reductions: Scale to 60-70% of your 1RM back squat for the heaviest set and work backward proportionally. Suggested scaled loads: 135/95 lb, 155/115 lb, 185/135 lb. For athletes newer to barbell squats, use 95/65 lb, 115/75 lb, 135/95 lb. Movement substitutions: Replace back squats with goblet squats using a kettlebell or dumbbell for athletes lacking barbell confidence or with shoulder/wrist limitations. Replace the 400m run with a 500m row or 1-minute bike erg for athletes with running limitations. Volume modifications: Reduce reps to 10-7-5 for athletes who struggle with volume at these loads, or reduce to a single ascending set of 10 reps at a moderate load followed by runs.
Scaling Explanation
Scale the weight if your heaviest set (5 reps) exceeds 85% of your current 1RM back squat — this workout is not a max-effort day, and grinding ugly reps under fatigue is a recipe for injury. You should be able to complete the 15-rep set in no more than 2-3 breaks with solid mechanics. If your squat depth, bracing, or knee tracking breaks down at the prescribed loads, drop the weight immediately — technique always wins over the number on the bar. The goal is to finish in 12-20 minutes while feeling genuinely challenged but in control throughout. Athletes who finish under 10 minutes likely went too light; those over 22 minutes likely went too heavy or need more volume scaling.
Intended Stimulus
This is a moderate-to-heavy strength-meets-conditioning workout targeting a 12-20 minute time domain. The ascending back squat loads combined with 400m runs create a unique demand: your legs must produce force under fatigue, then recover during the run, then produce even more force at heavier loads. The primary challenge is strength-endurance — can you maintain squat mechanics as the bar gets heavier and your legs accumulate fatigue? Expect a hard sustained effort with a significant mental component as the weights climb and the runs feel heavier each round.
Coach Insight
Treat the runs as active recovery, not all-out sprints — a controlled 70-75% effort pace will preserve your legs for the next squat set. On the 15-rep set at 185/135, resist the urge to go unbroken if it costs you on the back end; consider breaking it into 8-7 or 5-5-5 with short rests. The 10-rep set at 225/155 will feel heavier than expected post-run — brace hard, drive your knees out, and keep your chest up. The 5-rep set at 275/205 is your money set: treat each rep like a heavy single, reset your breath and brace between reps if needed. Common mistakes include rushing the squat descent under fatigue (losing tension in the hole), going out too hot on the first run, and failing to re-establish a solid setup position as the bar gets heavier. Use the walk to and from the barbell as transition time to breathe and mentally reset.
Benchmark Notes
Back squats climbing from 15 at 185 lb to 10 at 225 and 5 at 275 (135-205 for women), each followed by a 400 m run, with two plate changes. L5 (9:55-11 min) runs about 2 minutes a lap and breaks the heavy squats into doubles. L10 (under 6:40) runs near 1:15 and squats each set unbroken.
Modality Profile
Two movements: Run is Monostructural, Back Squat (barbell with external load) is Weightlifting. 50/50 split.
